Planche Progression

A straight arm horizontal hold on the floor, worked through tuck, straddle and full positions. A gymnastic skill first and a training exercise second.

How to perform it

On straight arms with the shoulders pushed down and the upper back rounded, hold your body horizontal off the floor through tuck, straddle and finally full positions.

  1. Set the hands shoulder width on the floor or on parallettes.
  2. Turn the fingers outwards or forwards, whichever the wrists prefer.
  3. Lock the elbows completely and keep them locked.
  4. Push the floor away hard so the shoulders drop below the hands.
  5. Round the upper back to protract the shoulder blades.
  6. Lean the shoulders forward in front of the hands.
  7. Lift the hips and tuck the knees to the chest.
  8. Hold with the back parallel to the floor.
  9. Extend the legs towards straddle only when the tuck is solid.
  10. Come down before the position breaks rather than after.

Key cues

  • Push the floor away until the shoulders sit below the hands

Common mistakes

Bent elbows

A bent arm planche is a different and much easier exercise. If the elbows unlock, the hold is over.

Not leaning far enough

The lean is what creates the difficulty. Without it you are holding an elevated tuck, not a planche.

Flat or arched upper back

Protraction is what lets the shoulders carry the position. A flat back dumps the load into the joint.

Skipping progressions

Attempting a straddle before the tuck is comfortable produces bad positions and sore wrists and elbows.

Training it to failure

Skill work degrades once form goes. Stop each hold with something left.

What the planche actually trains

A planche is a straight arm hold in which the entire body is supported horizontally above the floor on the hands alone, trained through a sequence of tuck, advanced tuck, straddle and eventually full positions.

The anterior deltoid takes the largest share of the load, holding the shoulder in a deeply flexed position while the body hangs in front of the hands. The pectoralis major, long head of the triceps and the serratus anterior work continuously, the biceps and the elbow structures resist extension, and the forearms take a heavy static load through the wrists.

The trunk is involved, but this is where the marketing and the reality separate.

You will see the planche sold as the ultimate core exercise. The rectus abdominis, obliques and erector spinae do work here, holding the body rigid against a strong extension moment. But they are nowhere near the limiting factor. Nobody has ever failed a planche because their abdominals were too small.

The limiter is leverage, practice and connective tissue tolerance. Leverage, because moving from tuck to straddle to full lengthens the lever arm enormously without adding a gram of weight, so the difficulty multiplies for reasons of geometry. Practice, because the position is a motor skill and the pattern of protraction, lean and lock takes months to become reliable. And connective tissue tolerance, because the wrists and elbows take a static load that adapts far more slowly than muscle does.

The planche is therefore a poor way to accumulate training volume. Holds are short, sets are few, and total time under tension across a session is measured in seconds. If you want bigger shoulders and a bigger chest, press. If you want the planche, train the planche.

Setting up and executing

Set the hands shoulder width on the floor, or on parallettes if your wrists complain. Turn the fingers outwards or forwards, whichever feels better, and be willing to change your mind.

Lock the elbows completely. They stay locked for the whole hold.

Push the floor away hard until the shoulders sit below the level of your hands. This is depression, and without it the position collapses.

Round the upper back to protract the shoulder blades. It feels wrong and it is correct.

Lean the shoulders forward so they travel in front of the hands. That lean is the difficulty dial.

Lift the hips and tuck the knees to the chest, holding with the back parallel to the floor. Come down before the position breaks, not after.

The mistakes that cost you the most

Bent elbows are the fault that quietly replaces the exercise with an easier one. A planche is defined by straight arms; once they bend, you are in a bent arm hold that shares a name and nothing else. If the elbows unlock, the set is finished.

Not leaning far enough is the most common reason people plateau. The lean creates the load. A tuck with the shoulders directly over the hands is comfortable and will never progress into anything.

A flat or arched upper back removes the protraction that lets the shoulder girdle carry the position and shifts load into the joint instead. Marchetti and colleagues, studying isometric ab wheel rollouts at different shoulder angles, found shoulder position markedly changes which muscles carry a straight arm isometric, and the same principle governs here.

Skipping progressions produces bad positions and sore wrists and elbows. Nothing about a straddle attempt teaches you anything if the tuck is not solid.

And training it to failure is counterproductive in a way it would not be on a press. The moment the hold degrades, you are practising a worse version of the skill. Stop with something left.

Sets, reps and rest by goal

Programme this as skill and strength work, not as hypertrophy work, whatever your goal is elsewhere.

Five to six sets of five to fifteen second holds, with two to three minutes rest between them, is the shape of a productive planche session. The rest is not negotiable, because a fatigued hold is a bad hold.

Progression comes in this order: more lean at your current position, then longer holds, then the next position. Chasing the next position first is the standard error and it costs months.

Two or three short sessions a week beat one long one. Skills consolidate with repetition rather than volume.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth. Read honestly, that is an argument for not expecting much hypertrophy from planche work, because the total number of hard sets it contributes is small.

Refalo and colleagues found training short of failure produces comparable hypertrophy to training to failure, which is convenient, since taking a planche hold to failure means the position collapses.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, which supports adding slow negatives from a tuck towards straddle once the basic hold is secure.

Where it fits in your split

At the very start of a session, completely fresh.

On push, pull and legs it belongs at the start of push day. On a bro split it opens shoulder or chest day. On an upper and lower split it opens the upper session. On a bodyweight programme it is the headline skill work of the push day.

Anything that pre fatigues the anterior deltoid, the chest or the wrists will ruin the session, which means planche work goes before pressing, always.

The honest question is whether it belongs in your programme at all. If you want the skill, yes, and there is no substitute for practising it. If you want shoulders and a chest, no. An hour of planche work produces less muscle than twenty minutes of pressing.

The middle position works well. Two or three short planche sessions a week as the opening item, followed by ordinary pressing and pulling for volume.

Variations worth knowing

The tuck planche is the entry point, with the knees to the chest and the back parallel to the floor, and most people should live there for months.

The advanced tuck planche flattens the back and opens the hips to roughly ninety degrees, which is a much bigger jump than it looks.

The straddle planche extends the legs straight and wide, shortening the effective lever compared with the full position and serving as the last real step before it.

The planche lean is a plank with the shoulders pushed forward past the hands, and is probably the single most productive drill in the whole family for building the specific strength.

The pseudo planche push-up puts the hands at waist level and leans the shoulders forward through a press, which adds dynamic work to a mostly isometric skill.

And planche negatives, lowering from tuck towards straddle under control, exploit the greater force you can handle eccentrically.

What the evidence says

McGill's work on core training makes the case for trunk exercises that resist motion rather than produce it, which describes the abdominal contribution to a planche precisely. The same work is candid that the transfer from core training to performance is more modest than commonly claimed, which is worth remembering before treating this as an athletic necessity.

Marchetti and colleagues examined muscle activation during isometric ab wheel rollouts held at different shoulder angles and found the shoulder position substantially changes the distribution of work in a straight arm isometric. That is the closest available evidence to what protraction and lean do in a planche.

Vigotsky and colleagues warned against reading electromyography amplitudes as a proxy for hypertrophy. It is relevant here because the planche is frequently justified with activation figures rather than with any outcome data.

Escamilla and colleagues, comparing core activation during Swiss ball and traditional abdominal exercises, found unstable and long lever positions raise trunk involvement considerably, which is the mechanism behind the extended body position in a planche.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the clearest argument that a handful of short holds is not a hypertrophy programme.

Refalo and colleagues found stopping short of failure produces comparable growth, supporting the practice of ending holds while the position is still good.

Roig and colleagues found eccentric training produced greater strength gains than concentric work, supporting slow negatives as a progression tool between static positions.

Common questions

How long does the full planche take?

Years for most people who get there at all, and many never do. The tuck is achievable within months of consistent work; everything past it is a long project.

Is the planche a core exercise?

Only partly. The trunk resists extension throughout, but the limiting factor is the shoulders, the leverage and your tolerance for a static load through the elbows and wrists. Nobody fails a planche because of their abdominals.

Will it build muscle?

Some, in the anterior deltoid and chest, but far less than pressing for the same time invested. Train it because you want the skill, and get your hypertrophy from ordinary lifting.

Why do my elbows and wrists hurt?

Because static straight arm loading is unusually demanding on connective tissue, which adapts slower than muscle. Use parallettes, reduce the frequency, and progress the lean in smaller steps.

How is this different from the tuck planche entry?

They are the same skill at different stages. The tuck planche is the position you train first and hold for months; this entry covers the whole progression through straddle and beyond. If you are starting out, work the tuck first.
