Planche Push-Up

A push-up with the feet off the ground and the body held horizontal by the shoulders alone. It takes years and it is a skill first, a chest exercise second.

How to perform it

Holding a planche with the body horizontal and the feet off the ground, bend the arms to lower the chest and press back up.

  1. Warm the wrists thoroughly before any planche work.
  2. Start from a tuck or straddle planche you can already hold.
  3. Lean forward until the shoulders are well ahead of the hands.
  4. Push the shoulder blades apart and keep them protracted.
  5. Squeeze the glutes and point the toes to hold the line.
  6. Bend the elbows to lower the chest towards the floor.
  7. Keep the lean throughout rather than letting the hips drop.
  8. Press back up to the full planche position.
  9. Reset the line at the top before the next rep.
  10. End the set the moment the position collapses.

Common mistakes

Losing the lean as you lower

If the shoulders drift back over the hands it becomes a push-up with the legs raised. Keep leaning.

Neglecting wrist preparation

The wrists carry an extreme position under full bodyweight. Prepare them or they will be the limiting factor.

Skipping the progression

There is no shortcut from tuck to full. Each stage takes months and attempting to jump wastes years.

Piking the hips

Folding at the waist makes the lever shorter and the exercise easier. It is not the same movement.

Training it fatigued

Planche work needs full freshness. At the end of a session it is unproductive at best.

What planche push-ups actually train

A planche push-up is a push-up performed in a planche: the body held horizontal and parallel to the floor with the feet off the ground, supported entirely by the hands, with the shoulders leaning well forward of them.

The anterior deltoid, pectoralis major and the muscles around the shoulder blades do the majority of the work. The triceps press. The abs, hip flexors and glutes hold a horizontal body rigid against gravity, which is a substantial demand in its own right.

The distinguishing feature is the lean. In a normal push-up the shoulders sit roughly above the hands, so your bodyweight is shared between hands and feet. In a planche the feet contribute nothing and the shoulders are far ahead of the hands, which creates a long lever that the shoulder has to hold closed. That is why the exercise is so much harder than it looks and why the strength required is disproportionate to bodyweight.

Two things follow from this and both are worth saying plainly.

The first is that this is a skill, not a chest exercise. The shoulder and the scapular muscles are the limiting factor, not the chest, and research on scapular control confirms that active shoulder blade positioning drives what these suspended horizontal positions demand. If you want a bigger chest, this is not the route.

The second is the timeline. Progressing from a tuck planche to a full planche push-up takes most people years of consistent, specific work. That is not a discouragement, it is information. People who approach it expecting months tend to abandon it or hurt themselves trying to skip stages.

Setting up and executing

Warm the wrists thoroughly first. The wrist position under a planche is extreme and it carries full bodyweight, and for many people the wrists are the first thing to limit progress.

Start from a tuck or straddle planche you can already hold for around fifteen seconds.

Lean forward until the shoulders are well ahead of the hands. Push the shoulder blades apart and keep them protracted throughout.

Squeeze the glutes and point the toes to hold the body in a line.

Bend the elbows to lower the chest towards the floor, keeping the lean the whole time. The moment the shoulders drift back over the hands, the position is lost.

Press back up to the full planche, reset the line, and repeat.

End the set the moment the position collapses. There is no value in reps performed in a broken position.

The mistakes that cost you the most

Losing the lean as you lower is the technical fault that turns a planche push-up into something else entirely. If the shoulders travel back over the hands, you are doing a push-up with your legs in the air, which is a much easier and much less interesting exercise. The lean is the whole thing.

Neglecting wrist preparation is the practical fault that stops most people. The wrists hold an extreme extended position under full load, and without dedicated preparation they become the limiting factor long before the shoulders do.

Skipping the progression is the strategic error. Tuck, advanced tuck, straddle, full: each stage takes months, and there is no way to compress it. Attempting a stage you are not ready for produces neither progress nor a useful training stimulus.

Piking the hips shortens the lever and makes the movement easier without you noticing. If the hips are above the shoulders, it is not a planche.

And training it fatigued is unproductive. Kolber and colleagues identify loaded end range shoulder positions among those most often implicated in resistance training problems, and a planche attempted with no strength left is exactly that.

Sets, reps and rest by goal

Very low reps and long rests, regardless of goal.

For muscle gain, four sets of one to four with three minutes. For strength, five sets of one to three with three minutes. In a fat loss phase, three sets of one to four with two minutes, though this exercise has no meaningful role in fat loss.

At any realistic stage of the progression, a set is one to four reps. Someone doing sets of ten planche push-ups is doing an easier variation, which is fine but should be labelled honestly.

Long rests are not optional. The position requires full output and precise control, and both need recovery.

Most of the actual work is not reps at all. It is static holds: planche leans, tuck holds, straddle holds, accumulated across sessions. The push-up is what those holds eventually unlock.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but that framework does not apply well here, because the sets are too few and too short to accumulate meaningful volume. Do not treat planche work as your chest or shoulder volume. Refalo and colleagues on proximity to failure argues for stopping when position degrades rather than pushing further, which is the correct approach.

Train it two or three times a week, always first, always fresh.

Where it fits in your split

First in the session, always.

On push, pull and legs it opens push day. On a bro split it starts chest or shoulder day. On an upper and lower split it comes before everything else in the upper session. On a bodyweight programme it is an advanced skill goal trained at the front of push day.

Skill work goes first because it requires complete freshness. Everything about a planche depends on precise control, and precision is the first thing fatigue removes.

The honest programming advice is to treat it as a separate pursuit that sits alongside your training rather than as part of it. Ten to fifteen minutes of planche progression at the start of a session, then your actual pressing and volume work afterwards. Trying to make it your chest training will leave you with neither the skill nor the muscle.

It is also worth deciding whether you want it. It is a beautiful position and an enormous achievement. It is also years of work for something that will not make you bigger or stronger than a well run pressing programme would.

Variations worth knowing

The planche lean, a static forward lean with the feet on the floor, is the fundamental building block and where everyone should start.

The pseudo planche push-up keeps the feet on the floor with an aggressive forward lean, and is the accessible entry point that delivers a genuine shoulder and chest stimulus without years of preparation.

The tuck planche push-up, with the knees pulled to the chest, is the first true planche variation.

The advanced tuck version moves the knees away from the chest with a flat back and is a significant step up.

The straddle planche push-up, legs straight and wide, is the stage before full and is where most people who get this far stop.

And weighted push-ups are the efficient alternative if chest size rather than the skill is actually what you want.

What the evidence says

Research on scapular muscle activity shows that shoulder blade position and control determine the demands of suspended and supported horizontal positions, which is why protraction is the central technical cue and why the scapular muscles rather than the chest are usually the limiting factor.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded end range positions among those most often implicated, which is the basis for the emphasis on progressing in stages and never training this fatigued.

Research on trunk muscle activity in horizontal held positions shows substantial abdominal and hip flexor demand in holding the body rigid, which is a real and often underestimated component.

Coratella and colleagues on deltoid activity supports the description of this as an anterior deltoid dominant movement rather than a chest dominant one.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure explain why very low rep skill work does not substitute for training volume, and why sets should end when position degrades.

Common questions

How long does it take to learn?

Years, for most people, from a standing start to a full planche push-up. A tuck planche push-up might take one to two years of consistent specific work. Anyone promising a faster route is either unusually gifted or describing an easier variation.

Is it a chest exercise?

Only partly. The anterior deltoid and the muscles controlling the shoulder blades are usually what limit you, with the chest and triceps assisting. If chest development is the goal, pressing and weighted push-ups will get you there far faster.

What should I start with?

Planche leans on the floor and pseudo planche push-ups. Both give a genuine version of the forward lean demand with your feet supporting you, and both build the wrist tolerance and shoulder strength everything else depends on. Do not start with tuck planche attempts.

Why do my wrists give out first?

Because the planche puts the wrist in an extreme extended position under full bodyweight, and most people have never loaded it that way. Dedicated wrist preparation before every session is not optional here, and it is the difference between progressing and stalling.

Is it worth doing?

If you want the skill, yes, and it is one of the most impressive things a body can do. If you want a bigger chest or stronger shoulders, no. Weighted push-ups, dips and pressing achieve that in a fraction of the time. Be clear which one you are actually after.
