Tuck Planche Progression

How to perform it

On straight arms with the shoulders pushed down and the upper back rounded, hold your knees tucked to your chest with the back parallel to the floor.

  1. Set the hands shoulder width on the floor or on parallettes.
  2. Squat down and place the knees on the back of the arms or just off them.
  3. Lock the elbows completely and keep them locked.
  4. Push the floor away hard so the shoulders sit below the hands.
  5. Round the upper back to protract the shoulder blades.
  6. Round the lower back to lift the hips.
  7. Pull the knees tight into the chest.
  8. Lift the feet and find the balance point.
  9. Lean the shoulders forward until the back is parallel to the floor.
  10. Hold while the position is clean, then come down.

Common mistakes

Shoulders above the hands

Without depression the shoulder girdle cannot carry the hold and the position collapses forward.

Hips too low

A tuck with the hips hanging is a frog stand, not a planche. The back should be parallel to the floor.

Bent elbows

Straight arms define the exercise. Once they bend you are doing something considerably easier.

Adding time instead of lean

Long holds in an easy position do not progress towards anything. Increase the lean instead.

Training it too often

Wrists and elbows adapt slowly under static load. Three short sessions a week is the ceiling for most people.

What the tuck planche actually trains

A tuck planche is a straight arm hold in which you support your whole bodyweight on your hands with the knees pulled into the chest and the back held parallel to the floor.

The anterior deltoid carries most of the load, holding the shoulder in a deeply flexed position with the body hanging in front of the hands. The pectoralis major and the serratus anterior work continuously to keep the shoulder blades protracted, the long head of the triceps and the biceps tendon resist the elbow being pulled open, and the forearms and wrists take a heavy static load.

The trunk is working. The rectus abdominis and the obliques hold the hips up and the lower back rounded, and the erector spinae resist the whole thing folding. But it is worth saying clearly that the abdominals are not the limiting factor and never will be.

The limiter is leverage, practice and connective tissue tolerance. Leverage, because the difficulty of the planche family comes from how far your mass sits from your hands, and tucking keeps that distance short. Practice, because balancing on straight arms with the shoulders forward of the hands takes weeks to become repeatable. And connective tissue tolerance, because static straight arm loading through the wrist and elbow adapts far more slowly than muscle.

That makes it a poor way to accumulate training volume. A hard session is a handful of holds lasting ten or fifteen seconds. If you want bigger shoulders or a bigger chest, press.

It is also the position everything else in the family is built on. Most people who fail at straddle work failed at the tuck first and moved on anyway.

Setting up and executing

Set the hands shoulder width on the floor, or on parallettes if your wrists object to the extension.

Squat down and place the knees on the back of the arms or just off them, depending on your build.

Lock the elbows completely. They stay locked. Then push the floor away hard until the shoulders sit below the level of your hands.

Round the upper back to protract the shoulder blades, and round the lower back to lift the hips. Both feel wrong if you have been taught to keep a neutral spine, and both are correct here.

Pull the knees tight into the chest, lift the feet and find the balance point.

Lean the shoulders forward until the back is parallel to the floor, then hold while the position is clean and come down before it degrades.

The mistakes that cost you the most

Shoulders above the hands makes the hold impossible. Depression is what allows the shoulder girdle to carry the position, and without it you tip forward and stop. Push the floor away and keep pushing.

Hips too low is how people convince themselves they have a tuck planche when they have a frog stand. If the hips hang below the shoulders, the load is much lower. Aim for the back parallel to the floor.

Bent elbows are the third defining fault. Straight arms are what make this a planche, and a bent arm version is an easier exercise wearing the wrong name.

Adding time instead of lean is the progression error. A comfortable thirty second tuck at a shallow lean leads nowhere. Marchetti and colleagues found shoulder angle substantially changes how a straight arm isometric distributes its load, which is the mechanical version of the point that lean matters more than duration.

And training it too often ends progress rather than slowing it. Wrists and elbows do not adapt at the pace your enthusiasm does.

Sets, reps and rest by goal

Programme this as skill and strength work, whatever your goal elsewhere is.

Five to six sets of eight to twenty second holds with two to three minutes rest is the shape of a session. The long rests are not padding; a tired hold is a bad hold, and bad holds are practice at doing it wrong.

Progression goes in one order: more forward lean, then longer holds, then the advanced tuck. Reversing that is why most people stall for a year.

Never train it to failure. The failure mode is your shoulders collapsing forward with the elbows locked, which is the rep your joints like least.

Schoenfeld and colleagues found a dose response between weekly hard sets and increases in muscle mass. Applied honestly, that tells you a planche session is a small dose of training volume, which is the argument for doing your hypertrophy work separately.

Refalo and colleagues found stopping short of failure produces hypertrophy comparable to going to failure, which removes any argument for pushing a hold until it breaks.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, which supports adding slow negatives from tuck towards a longer position once the static hold is reliable.

Two or three short sessions a week beats one long one.

Where it fits in your split

At the start of a session, completely fresh, before any pressing.

On push, pull and legs it opens push day. On a bro split it opens shoulder or chest day. On an upper and lower split it goes first in the upper session. On a bodyweight programme it is the opening skill work of the push day.

No version of this works at the end of a session. The anterior deltoid, the serratus and the wrists are all fatigued by pressing, and a tired attempt is practice at falling forwards.

The realistic question is how much of your week this deserves. Ten to fifteen minutes at the start of two or three sessions is enough. Beyond that you are trading pressing volume for a skill.

Pair it with planche leans and pseudo planche push-ups. Those carry real volume and drive the specific strength, while the tuck hold builds the position and the balance.

Variations worth knowing

The frog stand rests the knees on bent arms and is the easiest entry point, useful for learning the balance before the elbows must stay locked.

The planche lean is a plank with the shoulders driven forward past the hands, and is the most productive single drill in the family for building strength.

The advanced tuck planche flattens the back and opens the hips towards ninety degrees, a far larger step than it looks.

The straddle planche extends the legs straight and wide and is harder again, usually a year or more beyond a solid advanced tuck.

The tuck planche push-up presses in and out of the position, adding dynamic work to a static skill.

And the pseudo planche push-up leans the shoulders forward through a normal push-up range, the one variation here you can train with meaningful volume.

What the evidence says

McGill's work on core training argues for trunk exercises that resist motion rather than produce it, which describes what the abdominals do in a tuck planche. The same work is honest that core training transfers to performance less reliably than commonly claimed.

Marchetti and colleagues examined isometric ab wheel rollouts held at different shoulder angles and found shoulder position markedly changes how a straight arm isometric shares its load. It is the closest published analogue to what depression, protraction and lean do here.

Vigotsky and colleagues warned against treating electromyography amplitude as a measure of training effect, which matters because the planche family is routinely justified with activation claims rather than outcomes.

Escamilla and colleagues, analysing traditional and nontraditional abdominal exercises, found long lever positions and unstable support raise trunk involvement considerably, which is the mechanism behind the trunk demand in a horizontal hold.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which explains why a session of short holds produces very little hypertrophy.

Refalo and colleagues found training short of failure produces comparable growth, supporting the rule of ending each hold while the position is clean.

Roig and colleagues found eccentric training produced greater strength gains than concentric work, which is the basis for using slow lowers between static positions.

Common questions

How long should I be able to hold it?

Aim for a clean fifteen to twenty seconds with the back parallel to the floor and the shoulders well forward before you think about the advanced tuck. A long hold in a shallow position is not the same achievement and does not progress into one.

Is this the same as a frog stand?

No, though they look similar. A frog stand has bent elbows and the knees resting on the arms, with the hips low. A tuck planche has locked elbows, no contact between the knees and the arms, and the back parallel to the floor. The frog stand is a useful stepping stone, not a version of the same thing.

How is this different from the full planche progression?

They are stages of one skill. This entry covers the position you will spend the most time in; the full progression covers the straddle and straight body work that follows. If you are starting out, everything you need is here and the rest can wait a year.

Will this build my abs?

It trains them isometrically, but not enough to grow them meaningfully, and the abdominals are never what stops you. Use loaded flexion and rollout work for abdominal size and train the tuck planche for what it is, which is a skill.

Why do my wrists hurt?

Because a straight arm hold puts the wrist into deep extension under load, which is an unusual demand. Parallettes remove most of it by keeping the wrist neutral. Reducing the frequency and building up the lean more slowly handles the rest.
