How to perform it

Standing with the balls of the feet on a step edge, rise onto the toes as high as possible, then lower until the heels drop well below the step.

  1. Find a step, a plate or a raised edge at least ten centimetres high.
  2. Place the balls of both feet on the edge with the heels hanging free.
  3. Hold a wall or rail lightly for balance only.
  4. Stand tall with the knees straight but not locked hard.
  5. Lower the heels slowly until you feel a strong calf stretch.
  6. Pause for a beat in the bottom position.
  7. Drive up onto the tips of the toes without bending the knees.
  8. Squeeze hard at the top for a full second.
  9. Lower again over two to three seconds under control.
  10. Switch to one leg at a time once twenty reps feel easy.

Common mistakes

Cutting the bottom short

Stopping level with the step removes the stretched position, which is the part that drives most of the growth.

Bouncing off the stretch

Using the Achilles tendon as a spring lets you do more reps while the muscle does less work.

Bending the knees to help

A knee dip turns the movement into a small jump and takes the gastrocnemius off tension.

Staying on two legs forever

Two legged bodyweight raises stop being hard quickly. Move to one leg or add load.

Pulling on the rail

Hanging off a handrail unloads the calf. Use it for balance, not support.

What the standing bodyweight calf raise actually trains

A standing bodyweight calf raise is a plantarflexion exercise in which you stand with the balls of your feet on a raised edge and rise onto your toes using nothing but your own bodyweight as resistance.

The gastrocnemius does most of the work. It has two heads, both crossing the knee as well as the ankle, which means a straight knee is what puts it in a position to contribute properly. Underneath it sits the soleus, which crosses only the ankle and works hard in every version of the movement regardless of knee angle.

That is the anatomical reason this exercise is done standing rather than seated. Kovács and colleagues examined how knee position affects medial gastrocnemius and soleus activation during dynamic plantarflexion, and the practical translation is straightforward: keep the knee straight if you want the gastrocnemius involved, bend it if you want to bias the soleus.

Now the honest part.

The calf is genuinely stubborn, and how much it responds to training varies enormously between people for reasons that are largely out of your control. Some people build calves from walking upstairs. Others do everything correctly for years and gain very little. Neither outcome tells you much about the quality of your training.

The second honest point is about load. Your calves carry your bodyweight thousands of times a day already. A two legged bodyweight raise adds almost nothing to a stimulus your body is completely used to, which is why this exercise stops being useful for most people within a few weeks.

The fix is not a technique tweak. It is one leg at a time, and then adding weight after that.

What the bodyweight version does have going for it is range. A step edge lets you drop the heel well below the toes, which is the position that matters most.

Setting up and executing

Find a step, a stack of plates or a raised edge at least ten centimetres high. Anything lower will not allow a proper heel drop.

Place the balls of both feet on the edge with the heels hanging free. Hold a wall or rail lightly for balance, not for support.

Stand tall with the knees straight but not locked hard.

Lower the heels slowly until you feel a strong stretch through the calf and Achilles. Pause for a beat there rather than rebounding.

Drive up onto the tips of the toes without letting the knees bend, and squeeze hard at the top for a full second.

Lower again over two to three seconds and repeat. When twenty controlled reps feel comfortable, switch to one leg.

The mistakes that cost you the most

Cutting the bottom short is the mistake that wastes the exercise entirely. If you stop with the heels level with the step, you have removed the stretched position and kept only the easy end of the range. Kassiano and colleagues found greater gastrocnemius hypertrophy from training at long muscle lengths, which makes the heel drop the single most valuable feature of doing this on a step at all.

Bouncing off the stretch is the other half of the same problem. The Achilles is a very effective spring, and if you rebound at the bottom the tendon does the work and returns it to you for free. The muscle does considerably less. Pause at the bottom and the difference is immediately obvious in how many reps you can do.

Bending the knees to help turns a calf raise into a small vertical jump. It also slackens the gastrocnemius at exactly the moment you wanted it loaded.

Staying on two legs forever is the most common failure of programming rather than technique. If you can do twenty five reps, the exercise is no longer training anything.

And pulling on the rail unloads the calf directly. Fingertips on the wall is enough.

Sets, reps and rest by goal

Calves take higher reps than most muscles, partly because the soleus is heavily slow twitch and partly because bodyweight is not much resistance.

For muscle gain, four sets of twelve to twenty with a minute of rest. For strength, four sets of ten to fifteen with ninety seconds. In a fat loss phase, three sets of twenty to thirty with forty five seconds.

Those numbers assume single leg work once the two legged version is easy, which for most people is almost immediately.

Slow the descent to two or three seconds. Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work at least as effective for hypertrophy, and the calf is a muscle where the descent is the part people rush most.

Frequency helps here. Calves recover quickly and rarely stay sore, so two or three short sessions a week beats one long one. Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, and calves are usually the most undertrained muscle in an otherwise sensible programme.

Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going all the way. With bodyweight calves, though, the set often ends when your balance goes rather than when the muscle stops, so pushing closer to failure here is reasonable.

Where it fits in your split

At the end of a lower body session, or bolted onto anything.

On push, pull and legs it belongs at the end of legs day. On an upper and lower split it can go into both lower sessions. On a bro split it usually sits on leg day, though there is no reason it cannot be added to an upper day instead. On a full body programme it is a cheap finisher that costs two minutes and needs no equipment. On a bodyweight programme it goes on legs day, single leg.

The scheduling argument for calves is different from other muscles. They are small, they recover fast and they do not interfere with anything else you are doing, so the constraint is your patience rather than your recovery.

The honest recommendation is to treat the bodyweight version as a stopgap. It is what you do at home, in a hotel, or when the calf machine is occupied. If you have access to a loaded machine, use it, and keep this for the days you do not.

Variations worth knowing

The single leg calf raise is the obvious progression and roughly doubles the load without needing anything at all. It should be your default within a few weeks.

The weighted standing calf raise, holding a dumbbell or wearing a loaded pack, extends the same movement once single leg reps get high.

The standing calf raise machine puts the load on shoulder pads and lets you progress in small increments indefinitely, which is what this exercise actually needs.

The seated calf raise bends the knee and shifts emphasis towards the soleus, and is a genuine complement rather than a substitute.

The leg press calf press uses the sled to load plantarflexion with your back supported, which is useful when standing versions bother your lower back.

And the donkey calf raise, hinged at the hips with load over the pelvis, gives a long stretch under load and is worth trying if your gym has the machine.

What the evidence says

Kassiano and colleagues compared partial range calf training at long versus short muscle lengths and found greater gastrocnemius hypertrophy from the long length work, which is the direct case for the deep heel drop off a step.

Kovács and colleagues examined how knee position affects medial gastrocnemius and soleus activation during dynamic plantarflexion, supporting the straight knee for gastrocnemius work and explaining why seated raises are a different exercise rather than an easier one.

Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, reinforcing that the range you get from a step is worth the setup.

Pedrosa and colleagues found training at long muscle lengths produced favourable adaptations, which is the same principle from a different angle and applies neatly to the bottom of a calf raise.

Schoenfeld and colleagues compared concentric and eccentric actions and found eccentric work at least as effective, supporting the slow descent.

Common questions

Why are my calves not growing?

Partly because the response to calf training varies a great deal between people for reasons you cannot influence, and partly because bodyweight raises are almost never enough stimulus. Move to single leg, then add weight, then be patient. Anyone promising you a technique that unlocks calf growth is selling something.

How high does the step need to be?

At least ten centimetres, enough that your heel can drop well below your toes. Doing calf raises flat on the floor removes the stretched bottom position, which is where most of the useful work happens.

Should I do these straight legged or bent legged?

Straight, for this exercise. A bent knee shortens the gastrocnemius and shifts the work to the soleus. Both are worth training, but do that deliberately with a seated raise rather than by accident with sloppy knees.

How is this different from the calf raise machine entry?

The movement is identical. The only difference is the resistance: a machine lets you add load in small steps and keep progressing, while bodyweight leaves you stuck at whatever you weigh. If you have the machine, use the machine.

How many reps is too many?

Once you are doing more than about thirty controlled reps per set, you are training endurance rather than building the muscle. That is your signal to go single leg or hold a dumbbell rather than to keep counting.
