Donkey Calf Raise

A calf raise performed hinged forward with the load across the hips. Straight knees, so the gastrocnemius still takes most of the work.

How to perform it

Hinged forward at the hips with your upper body supported and a pad or load across the lower back, raise and lower your heels over the edge of a platform.

  1. Set the machine so the pad sits across your hips rather than your lower back.
  2. Place the balls of both feet on the edge of the platform.
  3. Hinge forward and rest your forearms or hands on the support.
  4. Set the hips to roughly ninety degrees of flexion.
  5. Straighten the knees without locking them hard.
  6. Brace the abs and keep the spine neutral.
  7. Lower the heels below the platform until the calves are fully stretched.
  8. Pause in the stretch for a beat.
  9. Press up onto the toes as high as the range allows.
  10. Hold the top for a second, then lower over three seconds.

Key cues

  • Hinge to roughly ninety degrees and hold that angle

Common mistakes

Pad sitting on the lower back

The load should be across the hips. On the lumbar spine it is uncomfortable and unnecessary.

Rounding the spine

Hinging by flexing the back instead of the hips loads the wrong tissue. Keep the spine neutral.

Bending the knees

Flexing the knees shortens the gastrocnemius and turns this into a poor seated raise.

Bouncing at the bottom

A fast rebound uses the Achilles rather than the calf. Pause briefly in the stretch.

Believing the hinge stretches the calf more

The gastrocnemius crosses the knee and ankle, not the hip. Hip angle does not change its length.

What the donkey calf raise actually trains

A donkey calf raise is a standing plantarflexion exercise performed hinged forward at the hips, with the torso supported and the resistance applied across the pelvis while the heels move over the edge of a platform.

The gastrocnemius and the soleus do the work, as in every calf raise. The gastrocnemius crosses both the knee and the ankle and gives the calf its shape; the soleus sits beneath it, crosses only the ankle and carries a large share of the total muscle mass.

Because the knees stay close to straight, this is a gastrocnemius biased exercise. Kovács and colleagues found that knee position changes the relative activation of the medial gastrocnemius and the soleus during dynamic plantarflexion, and a straight knee is what keeps the gastrocnemius long and loaded.

Which brings us to the claim that follows this exercise everywhere: that hinging at the hips creates a deeper stretch in the calf. It does not, and the anatomy is not ambiguous about it. The gastrocnemius crosses the knee and the ankle. It does not cross the hip. Bending forward at the hips changes nothing about the length of the muscle you are training.

What the hinge does change is real, just less exciting. It places the load across the pelvis rather than the shoulders, which many people find more comfortable, and it fixes the torso against a support, so balance stops being a limiting factor.

Those are decent reasons to use it. Just do not expect the stretch fairy tale to be true.

Setting up and executing

Set the machine so the pad rests across your hips, not on your lumbar spine. On plate loaded and belt versions the same rule applies: the load belongs on the pelvis.

Place the balls of both feet on the edge of the platform, hip width apart, heels hanging free.

Hinge forward and rest your forearms or hands on the support, with the hips at roughly ninety degrees. Straighten the knees without locking them hard, brace the abs and keep the spine neutral.

Lower the heels below the platform until the calves are fully stretched, and pause there for a beat.

Press up onto the toes as high as the machine allows, hold the top for a second, and lower over about three seconds.

The mistakes that cost you the most

A pad sitting on the lower back rather than the hips is the setup fault to catch first. It is uncomfortable and it puts compressive load somewhere you did not intend. Cholewicki and colleagues documented how quickly lumbar loads climb during heavy lifting, and there is no reason to accept any of that on a calf exercise.

Rounding the spine is the related fault. Hinge at the hips and keep the back neutral rather than folding through the middle.

Bending the knees quietly turns this into a seated calf raise done standing up, with less load and a worse position. Keep them almost straight for the whole set.

Bouncing at the bottom is the universal calf raise error. The Achilles is an excellent spring, so a fast rebound moves the load without the muscle doing much. Pause briefly in the stretch.

And believing the hinge stretches the calf further leads people to give up other, better calf work in favour of this one. It is a good exercise for practical reasons. It is not a magic one.

Sets, reps and rest by goal

Calves take volume and frequency well, and this version is easy to recover from, so be generous with the sets.

For muscle gain, four sets of ten to fifteen with a minute of rest. For strength, four sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Tempo does more work than load here. Three seconds down, a pause in the stretch, a full squeeze at the top. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and a deliberate lowering is the easiest way to ensure the eccentric is trained rather than dropped through.

Progress by adding load in small increments once the tempo is clean. If a set of fifteen is not producing a serious burn, the weight is too light regardless of what the plates say.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and calves respond to that as much as anything else, even if their ceiling varies enormously between people.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which is a reasonable default, though on a supported machine like this actual failure is perfectly safe when you want it.

Where it fits in your split

At the end of a lower body session.

On push, pull and legs it goes at the end of legs day. On a bro split it is the straight knee calf movement on leg day. On an upper and lower split it fits in either lower session, twice a week if calves are a priority. On a full body programme it is fine whenever the machine is free.

The case for choosing it over an upright standing calf raise is comfort. If a bar on your traps is uncomfortable, or your spine has already taken a beating from squats and deadlifts, the load on your hips is a relief, and the torso support removes any balance limit.

The case against it is availability. Most gyms do not have a dedicated donkey calf machine, and the partner version is not something most people are going to organise.

Pair it across the week with a seated calf raise, which is the only calf variation that trains a meaningfully different position.

Variations worth knowing

The partner donkey calf raise is the original, with a training partner seated across your hips. It works, it loads well, and it requires a friend with no dignity concerns.

The machine standing calf raise puts you upright with shoulder pads, which is the same straight knee movement delivered through the spine instead of the hips.

The leg press calf raise keeps the knees straight and removes spinal loading entirely, which makes it the best option on a day when your back is tired.

The seated calf raise bends the knee, shortening the gastrocnemius and shifting more work to the soleus, and is the one variation genuinely worth doing alongside this.

The single leg donkey calf raise doubles the load on each calf with no change in setup and exposes side to side differences.

And the Smith machine calf raise is the most widely available substitute if no donkey machine exists.

What the evidence says

Kassiano and colleagues found greater gastrocnemius hypertrophy when calf training was carried out at long muscle lengths, which is the reason to insist on a platform edge and a full heel drop rather than accepting whatever range the machine gives you by default.

Kovács and colleagues found that knee position alters medial gastrocnemius and soleus activation during dynamic plantarflexion, confirming that this straight knee variation and a seated bent knee one are complementary rather than duplicates.

Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes, which supports prioritising the stretched bottom position over adding load.

Cholewicki and colleagues measured lumbar loads during heavy lifting and documented how large those forces become, which is the background to preferring a load across the hips rather than on the shoulders when your back is already accumulating work.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, which supports the slow three second lowering rather than dropping into the bottom position.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and Refalo and colleagues found training close to failure produces comparable hypertrophy to reaching it, which together suggest several controlled sets at a high but not maximal effort.

Common questions

Does the hinge really give a better stretch?

No. The gastrocnemius crosses the knee and the ankle, not the hip, so bending forward does not lengthen it. The stretch you feel comes from the heel dropping below the platform, which is available in any calf raise done on an edge. The hinge changes comfort and load placement, not muscle length.

Is this different from a standing calf raise?

Only in where the load sits and how you are supported. Both keep the knee straight and both bias the gastrocnemius. If your gym has both, pick whichever is more comfortable; there is no third factor worth agonising over.

What if my gym has no donkey machine?

Use a Smith machine or a standing calf machine, or do calf raises on a leg press. All are straight knee variations and all will train the same muscle in the same way. A hip belt with plates and a platform is a reasonable improvised version if you have the equipment.

How many reps should I do?

Ten to fifteen for most sets, with a genuine pause at the bottom and a full squeeze at the top. Calves tolerate higher rep work well, and the quality of each rep matters far more than the number on the machine.

Why are my calves still small?

Calf response varies enormously between people and much of that is inherited. Doing enough hard sets through a full range for years is the honest answer, and even then some people see much less change. No technique tweak overrides this.
