How to perform it

Seated with pads across your thighs and the balls of your feet on the platform, press up onto your toes, then lower the heels below the platform for a full stretch.

  1. Adjust the thigh pad height so it sits snugly just above the knees.
  2. Sit down and place the balls of both feet on the platform edge.
  3. Set the feet hip width apart with the toes pointing forward.
  4. Bring the pad down onto the thighs and release the catch.
  5. Sit tall with the hands resting lightly on the pad.
  6. Let the heels sink below the platform until the calves stretch fully.
  7. Pause in the stretched position for a beat.
  8. Press up through the balls of the feet as high as you can.
  9. Hold the top position for a second.
  10. Lower over three seconds and repeat without bouncing.

Key cues

  • Set the pad low on the thighs, close to the knees

Common mistakes

Pad set too high on the thigh

A pad near the hips gives poor leverage and slides. Place it just above the knees.

Pushing with the hands

Pressing down on the pad with your arms unloads the calves. Rest the hands, do not drive with them.

Bouncing out of the bottom

The Achilles will supply the energy if you let it. Pause briefly in the stretch every rep.

Short range at the top

Stopping before full plantarflexion removes the strongest part of the contraction.

Using it as your only calf exercise

The bent knee shortens the gastrocnemius. Pair this with a straight knee variation.

What the seated calf raise actually trains

A seated calf raise is a plantarflexion exercise performed sitting down, with pads resting across the thighs, the balls of the feet on a platform and the knees bent to roughly ninety degrees.

The calf is two muscles that behave differently. The gastrocnemius crosses both the knee and the ankle, which means its length depends on knee angle as well as ankle angle. The soleus lies beneath it and crosses the ankle only, so knee angle does not change its length at all.

Bend the knee and the gastrocnemius shortens. A muscle held in a shortened position produces less force, which is why every standing calf raise feels stronger than a seated one at the same load. The soleus, unaffected by the knee, keeps doing its job, and so it takes a larger share of the work.

Kovács and colleagues examined exactly this and found that knee position affects medial gastrocnemius and soleus activation during dynamic plantarflexion. That is the mechanical basis for the seated calf raise existing at all, and it is the one genuine distinction in calf training rather than a marketing difference between machines.

It is worth being careful about how far to push the claim. Vigotsky and colleagues cautioned against reading too much into surface electromyography amplitudes, so "the seated calf raise isolates the soleus" overstates it. The gastrocnemius is not switched off; it is simply working at a disadvantage while the soleus works normally.

The practical version is simple. If you only do standing calf raises, the soleus is undertrained. If you only do seated ones, the gastrocnemius is. Do both, and stop worrying about which specific machine delivers each.

Setting up and executing

Adjust the thigh pad so it sits snugly just above the knees. High on the thigh gives poor leverage and lets the pad slide.

Sit down and place the balls of both feet on the platform edge, hip width apart, toes pointing forward, heels hanging free.

Bring the pad down onto the thighs and release the catch. Sit tall with your hands resting lightly on the pad rather than pressing down on it.

Let the heels sink below the platform until the calves are fully stretched, and pause there for a beat.

Press up through the balls of the feet as high as you can, hold the top for a second, then lower over about three seconds.

The mistakes that cost you the most

A pad set too high on the thigh quietly costs you load. Leverage is worse the further the pad sits from the knee, and on many machines it creeps towards your hips as you fatigue. Place it just above the knees.

Pushing with the hands is the honest mistake nobody admits to. As a set gets hard, the arms start driving down on the pad, which unloads the calves in exactly the moment they were about to be trained. Rest the hands there; do not press.

Bouncing out of the bottom is universal in calf work. The Achilles stores and returns elastic energy efficiently, so a fast rebound supplies a real share of the force. A brief pause removes the shortcut, and it will force you to drop the weight.

Short range at the top removes the strongest part of the contraction for no benefit. Press all the way onto the toes.

And using this as your only calf exercise leaves the gastrocnemius underworked, because the bent knee keeps it short throughout. Pair it with a straight knee variation.

Sets, reps and rest by goal

The soleus is dense with slow twitch fibres and tolerates high rep, high frequency work well, so bias the programming accordingly.

For muscle gain, four sets of twelve to twenty with a minute of rest. For strength, four sets of ten to fifteen with ninety seconds. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Three seconds down, a pause at the bottom, a hard squeeze at the top. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and a deliberate lowering is the simplest way to ensure the eccentric is loaded rather than dropped through.

This is one of the easiest exercises in the gym to take to genuine failure safely. Nothing is on your spine, nothing needs balancing, and the worst outcome of a failed rep is that your heels stay down. Use that.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and calves are the muscle group where people most reliably do too few sets and then conclude the muscle does not respond.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to reaching it, so earlier sets can stay submaximal and the last one can go all the way.

Where it fits in your split

At the end of a lower body session, or bolted onto almost anything.

On push, pull and legs it goes at the end of legs day, ideally alongside a standing variation. On a bro split it pairs with a standing calf raise on leg day. On an upper and lower split it belongs in both lower sessions, since it is easy to recover from. On a full body programme it is quick enough to include most sessions.

The scheduling advantage is that this exercise is almost free in fatigue terms. It does not tax your spine, grip or balance in any meaningful way, so it can be added to a hard session without spoiling anything afterwards.

The pairing with a straight knee variation is the point worth planning deliberately. One straight knee movement and one bent knee movement, two or three times a week between them, covers the calf properly. Everything else is equipment preference.

Frequency matters more than exercise choice here. Calves rarely stay sore, so three shorter exposures usually beat one long session.

Variations worth knowing

The single leg seated calf raise doubles the load on each calf and reveals side to side differences, at the cost of doubling the time.

The leg press calf raise is the straight knee counterpart, biasing the gastrocnemius while this one biases the soleus.

The standing calf raise, in any of its machine or barbell forms, is the other half of a complete calf programme.

The barbell seated calf raise, with a bench, a block and a bar across the thighs, is the improvised version for gyms without a seated machine.

The paused seated calf raise holds three full seconds in the stretched position on every rep, which removes the tendon rebound entirely and makes a light load feel serious.

And rotating the toes slightly in or out shifts emphasis a little between the medial and lateral sides, which is a small effect worth alternating rather than obsessing over.

What the evidence says

Kovács and colleagues found that knee position affects medial gastrocnemius and soleus activation during dynamic plantarflexion, which is the direct mechanical justification for having a bent knee calf exercise in your programme rather than only standing variations.

Kassiano and colleagues found greater gastrocnemius hypertrophy from calf training at long muscle lengths, which argues both for the full heel drop here and for not making the seated version your only calf work, since the bent knee keeps the gastrocnemius short.

Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes, supporting the deep stretched position and the pause at the bottom over a comfortable middle range.

Vigotsky and colleagues cautioned against over interpreting surface electromyography amplitudes, which is why the claim here is that the seated position shifts the balance of work rather than isolating the soleus outright.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting the three second lowering rather than dropping the heels.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and Refalo and colleagues found training close to failure produces comparable hypertrophy to reaching it, which together support several sets with the last one taken to a genuine finish.

Common questions

Does this really only train the soleus?

No, and that claim is overstated. The bent knee shortens the gastrocnemius so it produces less force, which means the soleus takes a larger share. Both muscles are still working. Treating it as a soleus bias rather than a soleus isolation is the accurate version.

Do I need both seated and standing calf raises?

Yes, if you care about calves. Knee angle is the only variable in calf training that meaningfully changes what you are loading, and one exercise of each covers it. Doing four different standing variations covers nothing extra.

Why is the weight so much lower than standing?

Because the gastrocnemius is shortened and cannot contribute as much force. That is expected and is the entire mechanism of the exercise, not a sign that something is wrong with your setup.

How often can I do these?

Two or three times a week comfortably. The exercise creates very little systemic fatigue, calves recover quickly, and frequency tends to matter more than what you do in any single session.

My gym has no seated calf machine, what now?

Sit on a bench with the balls of your feet on a block and rest a barbell or heavy dumbbells across your thighs, just above the knees, with a towel underneath for padding. It is less convenient and harder to load, but it is the same exercise.
