Standing Calf Raise

How to perform it

With the balls of your feet on a platform, rise onto your toes as high as you can, then lower under control to a full stretch.

  1. Set the shoulder pads so you can stand tall with your knees straight when the weight is off the stack.
  2. Place the balls of your feet on the platform with your heels hanging free.
  3. Stand up to unload the machine and let your heels drop below the platform.
  4. Keep your knees straight or with only a very slight bend for the whole set.
  5. Keep your hips and torso still so the movement happens only at the ankle.
  6. Rise up onto your toes as high as your ankles allow.
  7. Hold the top position for a full second, squeezing the calves.
  8. Lower under control over about two to three seconds.
  9. Let the heels drop below the platform into a deep stretch and pause briefly.
  10. Rise again from the stretched position without bouncing.

Key cues

  • Keep your knees straight, or nearly straight, throughout
  • Rise as high as your ankle will go, not halfway

  • Lower slowly until you feel a deep stretch at the bottom

Common mistakes

Bouncing

Using the stretch reflex at the bottom to fire the next rep turns the set into a pogo drill. The calves are built for this, which is exactly why bouncing feels easy and does so little. Pause at the bottom.

Half range at the top

Rising a few centimetres and calling it a rep is the norm. Go all the way up onto your toes, as high as your ankle allows, and hold it.

Bending the knees

A bent knee shortens the gastrocnemius and shifts work to the soleus, which turns a standing raise into a badly executed seated raise. Keep the knees straight.

Sets that last eight seconds

Fifteen fast reps through a tiny range is under ten seconds of work. Slow the tempo, pause at both ends and a set of twelve will take close to a minute.

Doing them as an afterthought

Two rushed sets at the end of leg day, sometimes, is why most people conclude their calves do not respond. Calves respond to the same things as every other muscle: volume, range and effort.

Variations and swaps

Seated calf raise

Knees bent, which shortens the gastrocnemius and puts the work on the soleus. A genuinely different exercise, not a convenience version.

Single-leg calf raise

One leg at a time off a step, holding a dumbbell. The equipment-free version and the one that exposes side differences.

Leg press calf raise

Feet on the bottom edge of the platform, pressing with the ankles. Heavy loading with the back supported.

Smith machine calf raise

A bar on the shoulders over a block. The standard substitute when the calf machine is taken.

Donkey calf raise

Bent at the hips with weight on the lower back. A longer position at the hip and an old favourite for a reason.

Paused calf raise

Three seconds at the bottom stretch on every rep. The simplest way to make a light set genuinely hard.

What the standing calf raise actually trains

Two muscles, and which one you get depends entirely on your knee.

The gastrocnemius crosses both the knee and the ankle. It is the visible, two-headed muscle that gives the calf its shape, and it only works properly when the knee is straight. The soleus sits underneath, crosses only the ankle, and works regardless of knee angle.

So a standing calf raise, with straight knees, trains both, with the gastrocnemius contributing fully. A seated calf raise, with the knee bent, shortens the gastrocnemius to the point where it can do very little, leaving the soleus to do the work.

That is not a technicality. It means standing and seated raises are two different exercises, not two versions of one, and a programme that only has room for one is choosing which muscle to train. Standing is usually the choice if you can only do one, but doing both is better.

Setting up and raising

Shoulder pads set so you stand tall with straight knees when the weight is off the stack. Balls of the feet on the platform, heels hanging free.

Stand up to unload the machine and let the heels drop. Keep the knees straight, or with only a very slight bend, and keep the hips and torso still so the movement happens at the ankle and nowhere else.

Rise as high as your ankle allows. Hold the top for a full second. Lower over two to three seconds until the heels drop below the platform into a deep stretch, pause briefly, and rise again without bouncing.

Done properly, a set of twelve takes close to a minute. If your sets are over in ten seconds, you are doing a different exercise.

The mistakes that cost you the most

Bouncing is the defining error. The calf and Achilles are built to store and return elastic energy, which is why bouncing feels effortless and why it removes most of the muscular work. The pause at the bottom is what forces the muscle to do the job instead of the tendon.

Half range at the top is the second. Most people rise a few centimetres. Go all the way up.

Bending the knees turns a standing raise into a poor seated raise, which is a strange way to waste a machine.

And the two programming failures: sets that are too short, and calf work treated as an optional extra at the end of the session when there is time. Nobody would train their chest with two rushed sets of bouncing partials and then conclude their chest does not respond.

How to programme the standing calf raise

Four sets of ten to fifteen with 90 seconds of rest, with a one-second pause at the top and a two to three second lowering. The tempo is not a refinement here, it is the exercise.

Calves take volume well because the recovery cost is low. Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way, and calves are one of the easiest places to raise that number. Three sessions of three or four sets across a week is a reasonable target if calves are a priority.

Rep ranges are flexible. There is a persistent belief that calves need very high reps because of their fibre composition; the evidence for training them differently from any other muscle is thin. Ten to fifteen with real range and real pauses works. So does eight to twelve heavier, and so does twenty.

Genetics do matter for calves more visibly than for most muscles, because the length of the muscle belly relative to the Achilles tendon varies a lot between people and is not trainable. That determines your ceiling, not whether training works.

Where the standing calf raise sits in your week

At the end of a lower body session, or spread as a couple of sets attached to the end of any session in the week. Because the fatigue cost is so low, calves are the one muscle it is genuinely easy to train three times a week without disrupting anything.

The practical version: two sets after every gym session, whatever that session was for. That accumulates more calf volume than most people manage in a month of leg-day afterthoughts.

Variations and swaps

Seated calf raises are the complement, not the substitute. Knees bent, soleus emphasis, and worth their own slot.

Single-leg calf raises off a step with a dumbbell are the equipment-free version, and they double your available load with no machine at all. They also expose side differences that a two-legged raise hides completely.

Leg press calf raises let you load heavily with the back supported, and are a good option when the standing machine is occupied.

Donkey calf raises, bent at the hips, remain popular for good reason: the hip position lengthens the gastrocnemius and the position is comfortable to hold under load.

Whichever version you use, the tempo rules do not change. Full range, a second at the top, a slow lowering and a brief pause in the stretch. Swapping machines does nothing if the reps stay the same.

What the evidence does and does not say

It says knee angle determines which calf muscle does the work. Signorile and colleagues examined calf activation with knee flexed and extended and found the pattern differs, which is the direct basis for treating standing and seated raises as separate exercises rather than interchangeable ones.

It says range of motion matters, and the calf's range is small enough that giving away half of it is costly.

It does not say calves need special rep ranges, special frequencies or particular exotic techniques. The reason most people's calves do not grow is that they train them for two rushed sets of bouncing partials once a week. Fix the range, fix the tempo, fix the frequency, and see what happens before deciding your genetics are the problem.

Standing calf raise: common questions

What is the difference between standing and seated calf raises?

Knee angle. Straight knees, as in a standing raise, let the gastrocnemius work fully. Bent knees, as in a seated raise, shorten it and leave the soleus to do the work. They are different exercises and both are worth doing.

How many reps should I do for calves?

Ten to fifteen with a one-second pause at the top and a slow lowering. There is no good evidence that calves need special very-high-rep training; they need full range, real tempo and enough weekly sets.

Why do my calves not grow?

Usually because of how they are trained: two rushed sets of bouncing half reps at the end of leg day. Muscle belly length relative to the Achilles does set your ceiling, but almost nobody reaches it before blaming genetics.

Should I pause at the bottom?

Yes. The calf and Achilles store elastic energy well, so bouncing out of the stretch lets the tendon do work the muscle should be doing. A brief pause at the bottom is what makes the set count.

How often can I train calves?

Two or three times a week comfortably. The recovery cost is low, so attaching a couple of sets to the end of any session is the easiest way to accumulate the volume.
