Standing Calf Raise

How to perform it

With a Smith machine bar across your upper traps and the balls of your feet on a block, rise as high onto your toes as you can, then lower the heels well below the block.

  1. Place a low block or step directly under the Smith machine bar.
  2. Set the bar height so you can get under it with a slight knee bend.
  3. Rest the bar high across the upper traps.
  4. Step the balls of both feet onto the edge of the block.
  5. Rotate the bar out of its hooks and stand tall.
  6. Straighten the knees without locking them hard.
  7. Brace the abs and keep the ribs down.
  8. Lower the heels well below the level of the block.
  9. Pause in the stretched position, then press up onto the toes.
  10. Hold the top for a second and lower over three seconds.

Common mistakes

Block in the wrong place

If the block is not under the bar path you will be pulled forward or back on every rep. Line it up first.

Raising from flat ground

Without a block the heels cannot drop below the toes and you lose the most productive half of the range.

Bending the knees

A flexing knee shortens the gastrocnemius and makes this a worse seated calf raise.

Bouncing the reps

The Achilles supplies the force if you rebound quickly. Pause briefly at the bottom.

Rushing the eccentric

Dropping into the stretch wastes the half of the rep that is easiest to control.

What the standing calf raise actually trains

A standing calf raise is a plantarflexion exercise performed upright with the knees close to straight, the balls of the feet on a raised block and a load across the shoulders, in this case a Smith machine bar.

The gastrocnemius and the soleus do the work. The gastrocnemius is the visible two headed muscle that shapes the calf and crosses both knee and ankle. The soleus sits underneath, crosses the ankle alone, and accounts for much of the calf's volume despite being hidden.

Standing with straight knees keeps the gastrocnemius long, which is where it produces the most force and takes the largest share of the load. Kovács and colleagues found that knee position changes medial gastrocnemius and soleus activation during dynamic plantarflexion, and that finding is the entire reason to own both a straight knee and a bent knee calf exercise.

The Smith machine's contribution is narrow but real. A free barbell calf raise on a block is a balance exercise as much as a calf exercise. On rails the bar cannot move sideways, so the only thing limiting the set is your calves. That is the whole argument, and it is enough of one.

Be clear about what this is not. It is not a different exercise from the hack squat calf raise, the leg press calf raise or the dedicated calf machine. All are straight knee plantarflexion with the load applied elsewhere. Pick the one with the best platform edge in your gym.

Setting up and executing

Place a low block or step directly under the Smith machine bar path. Ten to fifteen centimetres is plenty; height buys you nothing beyond the point where your heels can drop freely.

Set the bar so you can get under it with a slight knee bend, then rest it high across the upper traps.

Step the balls of both feet onto the edge of the block, heels hanging clear. Rotate the bar out of its hooks and stand tall, knees almost straight, abs braced and ribs down.

Lower the heels well below the level of the block, pause in the stretch for a beat, then press up onto the toes as high as you can. Hold the top for a second and lower over about three seconds.

The mistakes that cost you the most

The block in the wrong place is a fault specific to this version. Because the bar runs on a fixed vertical path, a block set too far forward or back pulls you off balance on every rep. Line it up under the bar, then step on.

Raising from flat ground is the more damaging error. Without a block the heels cannot travel below the toes and you lose the stretched half of the range. Kassiano and colleagues found greater gastrocnemius growth from training at long muscle lengths, so the part you skipped is the part that was going to work.

Bending the knees shortens the gastrocnemius and converts this into a standing version of a seated calf raise, with worse leverage and less load.

Bouncing the reps is the default in every gym. The Achilles tendon returns elastic energy so efficiently that a fast rebound genuinely reduces the muscular demand. Pause briefly at the bottom and accept the lighter weight.

And rushing the eccentric wastes the easiest half of the rep to control. Take three seconds on the way down every time.

Sets, reps and rest by goal

Calves take volume and frequency well, and this variation is easy to recover from.

For muscle gain, four sets of ten to fifteen with a minute of rest. For strength, four sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Tempo decides whether any of that works. Three seconds down, a pause in the stretch, a full squeeze at the top. Schoenfeld and colleagues compared concentric and eccentric muscle actions and found broadly similar hypertrophy, so the slow lowering is not a special stimulus; it is what stops your tendons doing the training for you.

Progress by adding a rep, then a little weight, then a longer pause. All three work and the pause is usually the most honest.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Calves are where people do six sets a week for two months and then declare themselves genetically hopeless. Calf response really is heritable, but six sets is not a fair test.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to reaching it, though on a Smith machine you can rotate the bar into a hook at any point, which makes taking the last set to failure straightforward.

Where it fits in your split

At the end of a lower body session.

On push, pull and legs it goes at the end of legs day, ideally with a seated variation. On a bro split it is the straight knee calf movement on leg day. On an upper and lower split it belongs in both lower sessions, since recovery is quick. On a full body programme it is easy to add whenever a Smith machine is free.

The scheduling argument for this version is availability. Most gyms have a Smith machine and many do not have a dedicated calf machine, so this is often the best straight knee option in the building.

The counter argument is the queue. A Smith machine is more contested than a leg press in most gyms, and if you are waiting ten minutes for it to do calves, do them on the leg press instead. The muscle cannot tell the difference.

Two or three exposures a week is the target, always paired with a seated bent knee variation somewhere in the week.

Variations worth knowing

The single leg standing calf raise doubles the load on each calf and shows plainly how uneven your sides are. Speirs and colleagues found single leg squat training produced comparable improvements to bilateral training, which is a fair reason to use single leg calf work when loading a bar heavily is inconvenient.

The machine standing calf raise uses shoulder pads and a built in platform, which is usually the most comfortable version of this movement.

The leg press calf raise keeps the knee straight but removes the load from your spine entirely, which is the version to reach for on a day full of squatting and deadlifting.

The seated calf raise bends the knee and shifts emphasis to the soleus, and is the only calf variation that trains something genuinely different.

The barbell standing calf raise is the free weight version, which adds a balance demand and nothing else of value.

And the paused calf raise, three full seconds held in the stretch on every rep, is the simplest way to make a modest load feel serious.

What the evidence says

Kassiano and colleagues found greater gastrocnemius hypertrophy from calf training performed at long muscle lengths, which is the strongest reason to use a block and let the heels drop fully rather than raising from the floor.

Kovács and colleagues found that knee position affects medial gastrocnemius and soleus activation during dynamic plantarflexion, which is why this straight knee variation should be paired with a bent knee one rather than repeated in four different machines.

Pallarés and colleagues reviewed range of motion in resistance training and found full range work generally produced better strength and hypertrophy outcomes than partial range work, supporting both the deep bottom position and the full squeeze at the top.

Speirs and colleagues compared unilateral and bilateral squat training and found single leg work produced comparable improvements, which supports the single leg calf raise as a legitimate option rather than a compromise.

Schoenfeld and colleagues compared eccentric and concentric muscle actions and found broadly similar hypertrophy, which frames the slow lowering as a way of controlling the tendon rather than as a growth stimulus in itself.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and Refalo and colleagues found training close to failure produces comparable hypertrophy to reaching it, which together support several controlled sets with the final one taken all the way.

Common questions

Is the Smith machine version better than a barbell?

For this exercise, yes. A free barbell calf raise on a block asks you to balance a loaded bar while on your toes, which limits the load for reasons unrelated to your calves. On rails that problem disappears.

Do I need a block?

Yes. Without one the heels cannot drop below the toes and you lose the stretched half of the range, which is the half most associated with gastrocnemius growth. A low step or two stacked plates will do.

Is this the same as a hack squat or leg press calf raise?

Essentially, yes. All are straight knee plantarflexion with the load applied somewhere different. Choose on comfort, platform edge quality and what is free, and spend the saved thinking on doing enough sets.

Should I do single leg calf raises instead?

They are a good option, especially if loading the bar heavily is awkward or you want to see how uneven your sides are. They take twice as long for the same number of working sets, which is the only real drawback.

How long before my calves change?

Longer than you want, and for some people the change is modest no matter what they do. Calf response varies a great deal between individuals. Do enough hard sets through a full range, keep it up for a year rather than a month, and judge from there.
