How to perform it
Lying on your back with your heels on a stability ball, lift your hips into a bridge and roll the ball towards you by bending the knees, then extend back out.
- Lie on your back with your heels on top of a stability ball.
- Place the arms flat on the floor at your sides.
- Press the heels down and lift the hips into a bridge.
- Hold a straight line from shoulders to knees.
- Bend the knees and roll the ball towards your backside.
- Keep the hips lifted as the ball comes in.
- Pause for a beat with the knees fully bent.
- Extend the knees and roll the ball slowly back out.
- Stop with the legs straight and the hips still high.
- Lower the hips only when the set is finished.

Common mistakes
Hips dropping as the ball comes in
Losing the bridge turns the exercise into a lazy roll. Keep the hips high from the first rep to the last.
Starting from the floor
Bridging up only after the ball moves removes the hip extension half of the exercise.
Rolling out too fast
Letting the ball run away wastes the eccentric, which is the hardest and most useful part.
Arms doing the work
Pushing hard through the hands props you up. Rest the arms on the floor and let the legs hold the bridge.
Expecting it to keep getting harder
There is no way to add load, so past a certain point you are just adding reps.

What the stability ball leg curl actually trains
A stability ball leg curl is a bodyweight hamstring exercise in which you lie on your back with your heels on a ball, lift your hips into a bridge, and roll the ball towards you by bending your knees.
What makes it unusual is that it asks the hamstrings to do both of their jobs at the same time. Bending the knee to roll the ball in is knee flexion. Holding the hips up off the floor for the whole set is hip extension. The hamstrings and glutes do the second while the hamstrings do the first, which is a genuinely different demand from a machine curl where the hips are supported.
Bourne and colleagues found that exercise selection changes which hamstring muscles work hardest, with knee dominant movements biasing semitendinosus and hip dominant movements biasing biceps femoris long head. An exercise that combines both is a reasonable way to hit the group broadly with no equipment.
The abs and lower back also work continuously, since holding a bridge on an unstable surface means resisting rotation and sag as well as gravity. Escamilla and colleagues found stability ball versions of common exercises raised trunk muscle activity compared with their floor equivalents, and the same principle applies here.
Now the limitation, which is real and worth stating plainly. You cannot load it. Your bodyweight is your bodyweight, and the only ways to make the exercise harder are to slow it down, remove a leg or add reps. That gives it a ceiling. It is an excellent exercise for someone training at home or someone adding hamstring volume at the end of a session, and it is not a long term substitute for a curl machine you can add weight to.
Setting up and executing
Lie on your back with your heels on top of the ball and your arms flat on the floor at your sides.
Press the heels down and lift the hips into a bridge, so there is a straight line from your shoulders through your hips to your knees. Do this before the ball moves at all. The bridge is not a by-product of the exercise, it is half of it.
Bend the knees and roll the ball in towards your backside, keeping the hips high the whole way.
Pause for a beat with the knees fully bent and the hips still up.
Extend the knees and roll the ball slowly back out, resisting the whole way, until the legs are straight and the hips are still off the floor.
Lower your hips only when the set is over.
The mistakes that cost you the most
Hips dropping as the ball comes in is the fault that defines a bad set. As soon as the pelvis sags, the hip extension demand vanishes and you are left rolling a ball around with your feet. Stop the set there rather than grinding out sloppy reps.
Starting from the floor is the same problem at the beginning instead of the end. Bridge first, then roll.
Rolling out too fast wastes the best part of the exercise. Extending the knees under control against your own bodyweight is the hardest portion of the rep, and Schoenfeld and colleagues found eccentric actions produce hypertrophy at least as effectively as concentric ones. Take three seconds on the way out.
Arms doing the work is subtle. If you are pressing hard through your hands, you are propping up the bridge with your upper body. Rest the arms on the floor for balance only.
And expecting the exercise to keep getting harder is a planning mistake rather than a technique one. There is no stack. Once you can do twenty controlled reps, the next step is a single leg version, not another set.
Sets, reps and rest by goal
Bodyweight only, so reps are the currency.
For muscle gain, three sets of ten to twenty with a minute. For strength, three sets of eight to fifteen with ninety seconds, ideally single leg once the two leg version stops being hard. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Progress in a fixed order. First add reps, then slow the eccentric to four or five seconds, then go to one leg. Once single leg sets of twelve are comfortable, this exercise has given you what it has, and the honest next move is a loaded curl.
Take sets to the point where the hips start dropping rather than to true failure. That is the meaningful stopping point here, and Refalo and colleagues found stopping a rep or two short produces comparable growth anyway.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Knee flexion is the most commonly missing part of leg training, so even a few sets a week of this changes the shape of a programme built on squats and hinges.
Where it fits in your split
Late in a lower body session, or as the main hamstring exercise in a bodyweight programme.
On push, pull and legs it goes on legs day. On a bro split it finishes hamstring or leg day. On an upper and lower split it works in either lower session. On a full body programme it is a good finisher requiring no machine, and on a bodyweight programme it is the main knee flexion movement available.
The clearest use is at home. If your leg training is squats, split squats and single leg hinges, everything you are doing is hip and knee extension. This is the one thing on the list that bends the knee against resistance.
The second use is as a finisher after machine curls, since it adds a hip extension demand the machine cannot give you. Two or three times a week is fine.
Variations worth knowing
The single leg ball curl, with one heel on the ball and the other leg lifted, roughly doubles the difficulty and is the natural progression.
A slider leg curl uses furniture sliders or towels on a smooth floor, which is the same movement with less roll and more friction, and travels even better than a ball.
A suspension trainer leg curl puts the heels in straps, which pulls from above rather than rolling underneath and adds a different instability.
A ball bridge hold, without any rolling, is the sensible regression if holding the hips up is currently the hard part.
The seated leg curl is the loadable machine version and the thing to graduate to for progressive knee flexion work.
And the Nordic hamstring curl is the far harder bodyweight option, loading the eccentric with your whole torso.
What the evidence says
Bourne and colleagues examined hamstring activation across exercises and found that knee dominant and hip dominant movements load different parts of the group, which is the case for an exercise that combines the two.
Maeo and colleagues found greater hamstring hypertrophy after training at long muscle lengths, which is worth knowing here because the bridge position keeps the hip relatively extended and therefore the hamstrings relatively short.
Escamilla and colleagues compared stability ball and traditional abdominal exercises and found the unstable versions raised trunk muscle activity, which supports the claim that the bridge is doing genuine core work rather than just holding you up.
McGill's work on core training supports training the trunk to resist movement rather than produce it, which is precisely what holding a bridge through a rolling movement asks of you.
Schoenfeld and colleagues found eccentric actions produce hypertrophy at least as effectively as concentric ones, supporting the slow roll out.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the practical stopping point here being the moment the hips start to sag.
Common questions
Why do my hamstrings cramp so badly?
Because they are being asked to flex the knee and extend the hip simultaneously, often for the first time. Cramping is common in the first few sessions and almost always settles. Reduce the reps per set, slow down, and build up over two or three weeks rather than doing four hard sets on day one.
Is this as good as a leg curl machine?
For a while. It is harder than most people expect and it adds a hip extension demand the machine does not have. But you cannot add load, so it has a ceiling that a machine does not, and past single leg sets of twelve there is nowhere left to go. Use it at home or as a finisher, not as your only knee flexion work forever.
Do I need a proper stability ball?
No. Furniture sliders, a towel on a wooden floor or a suspension trainer all do the same job, and a slider version is arguably harder because there is no rolling momentum to help you.
My hips keep dropping. What do I do?
Stop the set. The hips dropping is your failure point, and reps beyond it are not the exercise. If it happens by rep three, start with plain bridge holds and short range rolls until the hip extension endurance catches up.
How is this different from a Nordic curl?
Both are bodyweight knee flexion, but they load opposite halves of the rep. A stability ball curl trains both directions at a moderate difficulty and adds a bridge. A Nordic curl loads the lowering phase with your entire body weight and is far harder. Most people can do ball curls today and cannot do a controlled Nordic for months.
