How to perform it
Seated in a leg curl machine with the hips bent and the roller on the back of your ankles, curl your heels down and back towards the seat, then straighten under control.
- Set the backrest so your knees line up with the machine's pivot.
- Sit with your back flat against the pad.
- Set the ankle roller just above the heels on the Achilles.
- Pull the lap pad down tight over the thighs.
- Hold the handles and keep the hips pinned to the seat.
- Point the toes towards your shins.
- Curl the heels down and back towards the seat.
- Pause for a beat in the fully bent position.
- Straighten the legs over three seconds under control.
- Stop just short of locking the knees and curl again.

Common mistakes
Knees out of line with the pivot
If the joint does not match the machine axis the roller drags across the range. Adjust the backrest before loading.
Hips lifting off the seat
Rising off the pad shortens the hip angle and takes the stretch away. Keep the lap pad tight and the weight honest.
Cutting the top short
Stopping halfway through the curl skips the fully shortened position where the hamstrings finish the job.
Dropping the weight back
Letting the stack fall throws away the eccentric, which is the easiest free training on the machine.
Treating it as optional
Squats and deadlifts do not train knee flexion. Without curls a third of the hamstring work never happens.

What the seated leg curl actually trains
A seated leg curl is a knee flexion isolation exercise performed on a machine with the hips bent to roughly ninety degrees, curling a padded roller from straight legs back towards the seat.
The hamstring group does the work. Biceps femoris, semitendinosus and semimembranosus all cross the back of the knee and bend it, and the gastrocnemius assists, since it also crosses the joint on its way to the heel.
Here is the thing most training programmes get wrong about hamstrings. The group has two jobs, not one. Three of the four hamstring muscles cross both the hip and the knee, so they extend the hip and they flex the knee, and those two jobs need different exercises. Romanian deadlifts and good mornings train hip extension. They train knee flexion barely at all, because the knee stays in roughly the same position throughout.
So if your leg training is squats, lunges and Romanian deadlifts, you have never trained knee flexion. That is not a small gap. The short head of biceps femoris only crosses the knee, which means a curl is the only way to load it directly.
The second thing worth knowing is why seated is the better default. Sitting puts the hip in flexion, and because the hamstrings cross the hip, hip flexion pulls them long before the knee has done anything. You start every rep with the muscle already stretched and you work it there.
That matters. Maeo and colleagues compared training at long versus short hamstring lengths and found greater hypertrophy from the long length condition, which in practical terms is the seated curl over the lying one.
If you only have room in your programme for one curl, make it this one.
Setting up and executing
Set the backrest so your knees line up with the machine's pivot. This is the adjustment people skip and it changes everything about how the movement feels.
Sit with your back flat against the pad, place the ankle roller just above the heels, and pull the lap pad down tight over the thighs.
Hold the handles. Keep the hips pinned to the seat so the thigh does not travel.
Point the toes towards your shins, which recruits the calf into the movement, or point them away if you would rather bias the hamstrings. Either is defensible.
Curl the heels down and back towards the seat, not just down. Pause for a beat with the knees fully bent.
Straighten the legs over three seconds, stop just short of a hard lockout, and curl again.
The mistakes that cost you the most
Knees out of line with the pivot is the fault that spoils the exercise before you have done a rep. When your joint axis and the machine's axis disagree, the roller drags up and down your leg and the resistance curve stops matching your strength curve. Two seconds on the backrest fixes it.
Hips lifting off the seat is the loading fault. When the weight is too heavy, the pelvis rotates and the hips extend slightly, which shortens the hamstring at the top and hands you an easier rep. It also removes the exact advantage you sat down for. Keep the lap pad tight and choose a weight you can hold position with.
Cutting the top short is common because the last part of the curl is the weakest. Pallares and colleagues found full range training beat partial range work for strength and hypertrophy, and here the fully bent position is where knee flexion actually finishes.
Dropping the weight back is throwing away the half of the rep you get for free. Schoenfeld and colleagues found eccentric actions produce hypertrophy at least comparable to concentric ones, and a three second return costs nothing.
And treating this as an optional accessory is the strategic mistake. No compound lift in a normal programme trains knee flexion. If curls are the thing you drop when time is short, the hamstrings never get half their work.
Sets, reps and rest by goal
Hamstrings tolerate moderate to high reps well and the machine is safe to push hard on.
For muscle gain, four sets of eight to fifteen with ninety seconds rest. For strength, three sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Take the last set close to failure. On a machine that is safe, and Refalo and colleagues found stopping a rep or two short produces comparable growth to going all the way, so the earlier sets do not need to be maximal.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. For hamstrings specifically, count your knee flexion sets and your hip extension sets separately. Ten weekly sets of Romanian deadlifts and no curls is not ten sets of hamstring work.
Two sessions a week is the sensible default, because curls produce far less soreness than eccentric heavy hamstring work and recover quickly.
Where it fits in your split
After the squatting or hinging, in a lower body session.
On push, pull and legs it goes on legs day. On a bro split it follows the hip hinge on hamstring or leg day. On an upper and lower split it can appear in both lower sessions. On a full body programme it is the most efficient way to cover knee flexion in one exercise.
The pairing that matters is with a hip extension movement. Bourne and colleagues found that exercise selection changes which hamstring muscles work hardest, with knee dominant movements biasing semitendinosus and hip dominant movements biasing biceps femoris long head. That is a straightforward argument for running both rather than picking a favourite.
A simple structure is a Romanian deadlift or good morning for hip extension, then a seated curl for knee flexion, in the same session or split across two.
Variations worth knowing
The lying leg curl is the same knee flexion with the hips straight, which holds the hamstrings shorter and, on the evidence, produces less growth for the same work.
A single leg seated curl exposes side to side differences completely, which a two leg machine hides because the stronger side quietly takes over.
The standing cable leg curl is the substitute when there is no curl machine, one leg at a time and much lighter.
The Nordic hamstring curl is bodyweight knee flexion loaded heavily on the eccentric, which is a different stimulus rather than a replacement.
The stability ball leg curl combines knee flexion with a bridge, needing no equipment beyond a ball.
And the glute-ham raise trains knee flexion and hip extension in the same rep, which is the only common exercise that does.
What the evidence says
Maeo and colleagues trained hamstrings at long versus short muscle lengths and found greater hypertrophy at the long lengths, which is the direct case for the seated curl over the lying one.
Bourne and colleagues examined how exercise selection changes hamstring activation and found knee flexion and hip extension movements load different parts of the group, supporting the use of both rather than either alone.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, generalising the same principle beyond the hamstrings.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting the complete curl rather than a comfortable middle third.
Schoenfeld and colleagues compared concentric and eccentric actions and found eccentric work produces hypertrophy at least as well, which is the case for controlling the return.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together set the volume and effort targets.
Common questions
Seated or lying leg curl?
Seated, if you have to choose. The hip flexion of the seated position holds the hamstrings at longer lengths, and Maeo and colleagues found greater hypertrophy from training there. The library has a lying leg curl entry and it is a perfectly good exercise, but the seated version is the better default and the lying one is the reasonable second choice.
Do I still need curls if I do Romanian deadlifts?
Yes. A Romanian deadlift trains hip extension with the knee angle roughly fixed, so it barely trains knee flexion at all. The short head of biceps femoris only crosses the knee and cannot be trained any other way. Treat the two as separate jobs rather than substitutes.
Should my toes point up or down?
Toes pulled towards the shins brings the calf into the movement and slightly increases the total force; toes pointed away takes it out and puts more of the job on the hamstrings. Neither is wrong. Pick one and be consistent so your progression means something.
Why do my calves cramp during leg curls?
Because the gastrocnemius crosses the knee and assists knee flexion, so it is genuinely working. Pointing the toes away reduces its contribution, and so does building up your curl volume gradually rather than adding four hard sets in one week.
How heavy should I go?
Heavy enough that eight to fifteen reps is hard, and no heavier. If your hips are lifting off the seat or your range is shrinking, the weight has already gone past useful. Leg curls reward controlled full range work far more than they reward big numbers on the stack.
