Sprinter Lunge

A lunge performed with an exaggerated forward torso and a sprinter's arm action. Conditioning and athletic drill work more than muscle building.

How to perform it

Lunge with the torso leaning well forward and the arms driving in a sprinting action, then return powerfully to standing.

  1. Stand tall with the feet hip width and the hands free.
  2. Step one foot back into a split position.
  3. Come up onto the ball of the trailing foot.
  4. Lean the torso forward over the front thigh.
  5. Drive the opposite arm forward and the same side arm back.
  6. Lower until the trailing knee is just short of the floor.
  7. Keep the hips square and the spine long, not rounded.
  8. Push hard through the front foot to return.
  9. Switch the arm positions as you rise.
  10. Complete the reps on one side or alternate legs at pace.

Common mistakes

Rounding the back to lean

The forward lean should come from the hips with a long spine, not from folding the upper back.

Arms just hanging

Without a real arm drive this is a lunge with poor posture. The arm action is the point of the variation.

Trailing heel down

Dropping the back heel removes the sprint posture and turns it into an ordinary lunge.

Adding heavy load

The forward lean plus a heavy weight is a poor combination and it defeats the purpose of the drill.

Expecting muscle growth

This is a speed and conditioning movement. Judge it by how you move, not by leg size.

What the sprinter lunge actually trains

A sprinter lunge is a lunge performed with an exaggerated forward torso lean and a sprinter's arm action, driving one arm forward and the other back as you descend and rise.

The front leg does the work. The quadriceps extend the knee and gluteus maximus and the hamstrings extend the hip, with the forward lean shifting more of the demand towards the hip than an upright lunge does. The trailing leg's hip flexors are placed under stretch, the calf works to hold the heel up, and the trunk works throughout to hold a leaning torso in place.

Be clear about what this exercise is for, because it is usually presented as a leg builder and it is not a good one.

Everything that makes it distinctive also makes it worse at producing muscle. The forward lean limits how much load you can sensibly hold. The arm drive means your hands cannot carry weights. The pace means each rep is fast rather than controlled. What you are left with is a fast, unloaded, position specific drill.

That is a real category of training and it has value. Rehearsing a sprint posture, holding a forward lean while a leg produces force, and driving the arms in opposition to the legs are worth doing if you run or play a field sport. As a conditioning finisher it works well.

But it will not build your legs. Schoenfeld's analysis of squatting kinematics makes the point about torso angle: leaning forward moves load from the knee to the hip. It does not create load out of nothing. If your legs need to grow, load them; if you want to move better, drill this.

Setting up and executing

Stand tall with the feet hip width apart and the hands free.

Step one foot back into a split position and come up onto the ball of the trailing foot. That heel stays off the floor for every rep.

Lean the torso forward over the front thigh. The lean comes from the hips with a long spine, not from rounding the upper back.

Drive the opposite arm forward and the same side arm back, as you would running. This arm action is not decoration; it is the reason the variation exists.

Lower until the trailing knee is just short of the floor, keeping the hips square.

Push hard through the front foot to return, switching the arm positions as you rise.

Complete the reps on one side, or alternate legs at pace if you are using it as conditioning.

The mistakes that cost you the most

Rounding the back to create the lean turns a useful drill into bad practice. A sprinter's torso is inclined but long. If your upper back curls over, you are rehearsing a position you do not want. Hinge from the hips.

Letting the arms hang removes the entire point of the variation. Without the drive, this is a lunge performed with worse posture and less load, which has nothing to recommend it.

Dropping the trailing heel collapses the sprint posture into an ordinary lunge. Stay on the ball of that foot.

Adding heavy load is a mistake twice over. The forward lean with substantial weight is an unnecessary demand on the lower back, and the weight slows the movement until the speed element, which is what you came for, disappears.

And expecting muscle growth is the last mistake. Judge this by how you move, not by leg size. Speed and plyometric drills are power and conditioning work; they do not build meaningful muscle, and pretending otherwise leads people to programme them in place of training that would.

Sets, reps and rest by goal

This one does not fit neatly into the usual goal categories, so be honest about it.

For muscle gain, three sets of ten to fifteen per leg with a minute rest, understanding this is supplementary rather than the thing driving growth. For strength, three sets of eight to twelve per leg with ninety seconds, again with modest expectations. In a fat loss phase, where it fits best, four sets of thirty to forty five seconds per side with forty five seconds rest.

Time is usually the better unit here. A timed set at pace captures what the exercise is for; counting slow reps does not.

Speed is the quality to prioritise. Each rep should be crisp, with the return driven rather than drifted through.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but that assumes sets taken to a meaningful effort with adequate load, which a fast unloaded lunge does not provide. Do not count these towards leg volume.

Refalo and colleagues found stopping short of failure produces comparable growth, which supports keeping these sets crisp rather than grinding them out.

Where it fits in your split

In the warm up, or as a finisher.

On push, pull and legs it fits before or after the main work on leg day. On a bro split it works at either end of the session. On an upper and lower split it is good preparation before the main lower body lifts. On a full body programme it is a useful warm up movement. On a bodyweight programme it works well at pace for conditioning.

The warm up is the most defensible placement. A couple of sets before squatting opens the hip flexors, gets the trunk working and raises your heart rate.

The finisher placement is fine too, if you want a leg session to end with conditioning. Just do not let it displace a set of something that actually loads the legs.

The library already has walking lunges, a back squat and a Bulgarian split squat. Those are your leg builders. This is a drill alongside them.

Once or twice a week, and only if it serves a purpose you can name.

Variations worth knowing

The reverse lunge is the upright, strength focused version of the same step pattern, and is what you should be doing if muscle is the goal.

The sprinter lunge with a knee drive finishes each rep by driving the trailing knee up to hip height, which adds a hip flexor and balance component and makes it feel closer to running.

The jumping split squat switches the legs in the air, converting it into plyometric conditioning. It is more demanding and, like this exercise, it is power work rather than muscle building.

A sprinter lunge hold simply holds the bottom position for time, which trains the posture and the trunk without the fatigue of repeated reps.

The Bulgarian split squat is the choice when you want a single leg exercise that genuinely builds leg size, since the fixed rear foot allows real loading.

And the walking lunge covers ground continuously, offering a conditioning element with more load potential than this variation.

What the evidence says

Stastny and colleagues examined muscle activity in split squats and walking lunges under different load carrying positions, and found both the pattern and the load placement change the balance of demand between hip and knee extensors.

Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found similar improvements in strength and sprint performance, a useful reality check on athletic sounding single leg drills.

Liao and colleagues, in a meta-analysis of unilateral against bilateral training, found comparable effects on strength, jump, sprint and change of direction outcomes. The exercise you pick matters less than whether you progress it.

McGill's work on core training argues that trunk training transfers best when it matches the demands of the activity, which is the strongest case for a drill asking the trunk to hold a forward lean while a leg produces force.

Schoenfeld's review of squatting kinematics describes how trunk angle shifts load between hip and knee, the mechanism the exaggerated lean uses.

Schoenfeld and colleagues on volume found a dose response between weekly hard sets and hypertrophy, and fast unloaded sets do not meet the conditions that relationship assumes.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy, supporting sets kept sharp rather than ground out.

Common questions

Will this build my legs?

Not meaningfully. The forward lean and the arm drive both limit how much you can load, and the speed at which the exercise is normally performed means each rep produces little tension. It is a conditioning and movement drill. Build your legs with squats, split squats and loaded lunges, and use this alongside them.

How is it different from a normal lunge?

Two things: the exaggerated forward torso lean and the sprinting arm action. The lean shifts demand towards the hip and asks the trunk to work harder; the arm drive makes it a coordination and speed drill. A standard reverse lunge stays upright and loads better, which is why it is the better choice for strength or size.

Should I hold dumbbells?

No. The arm drive is the point of the exercise and weights remove it. Loading a forward leaning position also puts unnecessary demand on the lower back for no useful return. If you want to add load to a lunge, use the upright version.

Should I count reps or time?

Time is usually the better unit, since the quality you are training is speed and rhythm rather than a controlled rep. Thirty to forty five seconds per side at a crisp pace captures what the exercise offers better than a slow set of ten.

Is it worth doing at all?

If you run or play a sport with sprinting in it, yes, as a warm up or a finisher. It rehearses a posture and an arm action you actually use. If you train purely for size or strength, you can skip it entirely and lose nothing.
