How to perform it

With the bar on your upper back and your feet well forward in a Smith machine, lean back into the bar and squat down until the thighs pass parallel.

  1. Set the bar just below shoulder height in the Smith machine.
  2. Set the safety catches a little below your bottom position.
  3. Step under and rest the bar across the upper back.
  4. Walk the feet clearly forward of the bar line.
  5. Set the stance shoulder width with the toes turned out slightly.
  6. Rotate the bar out and lean the upper back into it.
  7. Brace the abs and keep the ribs down.
  8. Descend by letting the knees travel forward over the feet.
  9. Lower until the thighs pass parallel with the floor.
  10. Drive back up through the whole foot without locking out hard.

Common mistakes

Feet not far enough forward

A half hearted step forward gives you an awkward Smith squat instead of a hack squat. Commit to the position.

Hips drifting off the bar

If the lower back arches away from the bar, the spine takes the load the machine should be carrying.

Heels lifting

Rising onto the toes at the bottom means the stance is too close or the ankles are limiting you.

Quarter reps under a huge load

The position lets you load heavily and cheat depth. Depth is where the quads earn it.

Confusing it with the machine version

A dedicated hack squat machine supports the whole back on a sled. The Smith version does not, so control the trunk.

What the Smith machine hack squat actually trains

A Smith machine hack squat is a squat done on fixed rails with the feet placed well forward of the bar, so your upper back leans into the bar and you descend in a reclined position with the knees travelling forward.

The quadriceps take the majority of the work, with the vastus lateralis and vastus medialis particularly loaded because the knee flexes deeply while the hip stays relatively open. The gluteus maximus and adductor magnus still contribute out of the bottom, but less than in an upright squat. The abs work to keep the ribs down and stop the lower back arching off the bar.

The mechanical logic is simple and worth understanding, because it explains the whole family of squat machines.

Squat demand is divided between the knee and the hip, and the split is set by how far forward your knees travel relative to how far back your hips go. An upright squat with the shins near vertical is hip biased. A reclined position where the knees run well forward over the feet is knee biased, which in practice means quad biased.

Stepping the feet forward on a Smith machine forces that second position and holds you in it. The bar keeps your torso from folding, so your hips cannot escape backwards, and the only way down is by bending the knees.

The honest limitation is that the Smith machine is not a hack squat machine. A dedicated hack squat sled supports your entire back on a pad and takes the spine out of it. Here you have a bar across your traps and your own erectors holding you against it. If your gym has the real thing, the real thing is better at this job.

Setting up and executing

Set the bar just below shoulder height and the safety catches a little below your intended bottom position.

Step under and rest the bar across the upper back. Walk the feet clearly forward of the bar line, further than you would for a normal Smith squat, with a shoulder width stance and the toes turned out a little.

Rotate the bar out and let your upper back settle into it. You should feel supported by the bar rather than balanced under it.

Brace the abs and keep the ribs down so the lower back stays close to neutral.

Descend by letting the knees travel forward over the feet, going until the thighs pass parallel.

Drive back up through the whole foot, stopping just short of a hard lockout, and go again.

The mistakes that cost you the most

Feet not far enough forward leaves you with the worst of both worlds: neither balanced over your feet nor properly reclined into the bar. If you cannot feel the bar taking some of your bodyweight, your feet are still too far back.

Hips drifting off the bar is the fault that actually carries risk. When the lower back arches away from the bar under load, the lumbar spine holds a position it was never meant to hold at that load. Keep the ribs down and the back in contact.

Heels lifting at the bottom means the stance is too close or your ankles are restricting you. Step out further or elevate the heels.

Quarter reps under a huge load is the standard failure mode of every quad machine. This position feels strong, so people pile on plates and stop halfway. Kubo and colleagues found deeper squat training produced greater lower limb muscle volume, and Bloomquist and colleagues found the same at heavy loads. Depth is not optional here.

And confusing it with the dedicated machine version leads people to relax their trunk as though a pad were holding it. There is no pad. Brace.

Sets, reps and rest by goal

This is an accessory quad builder rather than a primary strength lift, so it lives in slightly higher rep ranges.

For muscle gain, four sets of ten to fifteen with two minutes rest. For strength, four sets of six to ten with two minutes, though strength is not really the reason to choose this. In a fat loss phase, three sets of fifteen to twenty with ninety seconds.

The reclined position and the safety catches make this one of the better places to train close to failure on a squat pattern. The last set of a working block can go to the point where the bar stops moving, which is difficult to arrange with a free bar.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so use the catches once, not four times.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and two or three sets here after your main squat adds quad volume cheaply.

Keep the foot position identical between sessions. Moving your feet two inches changes the leverage more than adding five kilos does.

Where it fits in your split

Second or third in a leg session, after the main squat pattern.

On push, pull and legs it follows the squat on legs day. On a bro split it sits second or third. On an upper and lower split it is the quad builder after the primary compound. On a full body programme it is a usable substitute when the squat rack is occupied.

It is a poor choice as the first movement of the day, because it does the same job as your main squat with less loading potential and less transfer.

Where it genuinely earns its place is in gyms with a Smith machine and no dedicated hack squat sled or pendulum. In that situation it is the closest available approximation of a reclined quad squat, and it costs nothing to set up.

Once a week is enough if you are already squatting twice.

Variations worth knowing

The dedicated machine hack squat supports the whole back on a sled and does this job better in almost every respect, if your gym has one.

The Smith machine squat is the same machine with the feet closer under the bar and a more upright torso, which shifts work back towards the glutes and hips.

A heels elevated version, with a wedge under the heels, lets the knees travel even further forward and pushes the quad bias further still.

A narrow stance hack squat brings the feet close together and tends to load the outer quad more, though the difference is modest.

A single leg Smith hack squat, with one foot forward on the floor, doubles the load on each leg at half the weight and exposes side to side differences.

And the barbell front squat is the free weight route to an upright quad biased squat, with a genuine trunk demand attached.

What the evidence says

Kubo and colleagues compared squat training at different depths and found greater lower limb muscle volume increases from the deeper training, which is why the depth on this movement matters more than the load.

Bloomquist and colleagues found deep heavy squatting produced greater muscle and tendon adaptation than shallow squatting, reinforcing the same point under heavier loads.

Hartmann and colleagues analysed knee and spinal loading across squat depths and found the deep position is far less hazardous than commonly claimed, while spinal load rises with the heavier weights that shallow squats permit. This position tempts you into exactly that trade.

Gullett and colleagues compared back and front squats and found the more upright, knee dominant pattern reduced compressive demand at the spine while maintaining muscle activation, which is the same logic that makes a supported reclined squat useful.

Escamilla and colleagues compared technique variations across the squat and leg press and found that foot placement and knee travel systematically alter the loading at the knee, which is the mechanism the forward foot position is exploiting.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

How is this different from a normal Smith machine squat?

Only in where you put your feet, which sounds trivial and is not. A normal Smith squat has the feet slightly forward and the torso close to upright, which keeps the hips involved. This has the feet well forward and the back resting into the bar, which opens the hip angle, drives the knees forward and shifts the work onto the quads. Same machine, two genuinely different exercises.

Is this as good as a real hack squat machine?

No. A hack squat sled supports your whole back on a pad, while this version asks your trunk to keep you pressed against a bar. If your gym has the machine, use it. If not, this is a reasonable stand in.

Should my knees go past my toes?

Yes, and that is the point of the exercise rather than a fault in it. Knee travel past the toes is a normal feature of deep knee flexion and the claim that it is dangerous does not hold up. Restricting it simply shifts the work back to the hips, which is what an upright squat already does.

Can this replace my barbell squat?

For quad size, largely yes. For everything else, no. You lose the trunk demand, the balance and the loading potential, and you gain a slightly more targeted quad stimulus. Most people are best served by keeping a free squat as the main lift and using this as the accessory.

Why does my lower back hurt on this?

Almost always because your hips are pulling away from the bar at the bottom, so the lumbar spine holds the position instead of the machine. Keep the ribs down, brace before the descent and reduce the load until you can stay in contact with the bar for every rep.
