How to perform it
With the rear foot on a bench and a Smith machine bar across your upper back, lower the front knee until the rear knee approaches the floor, then drive back up.
- Set a bench at roughly knee height inside the Smith machine.
- Set the bar height to just below shoulder level.
- Place the rear foot on the bench and step the front foot forward.
- Position yourself so the bar sits over the middle of the front foot.
- Take one unloaded rep to confirm the stance length and bar line.
- Set the bar across the upper back and rotate it out of the hooks.
- Brace the abs and keep the torso close to upright.
- Lower by bending the front knee and hip together.
- Stop when the rear knee is close to the floor.
- Drive up through the whole front foot to full hip extension.

Common mistakes
Bar line not over the front foot
If the fixed path does not run through your front foot you fight the machine every rep. Reposition the bench, not your spine.
Setting up in a hurry
The Smith cannot move horizontally, so your feet have to be exactly right. Spend the extra thirty seconds.
Treating the fixed path as free licence
Removing the balance demand does not remove the need for depth and control.
Bench too high
A tall bench tips the pelvis and moves the work to the rear hip flexor.
Stopping short of the floor
Half reps are easy to hide here because the bar looks like it moved a long way.

What the Smith machine Bulgarian split squat actually trains
A Smith machine Bulgarian split squat is a rear foot elevated single leg squat performed with a bar that runs on fixed vertical rails resting across your upper back.
The front leg does the work. The quadriceps extend the knee, gluteus maximus and adductor magnus extend the hip, and the hamstrings control the shin isometrically. The rear leg supports lightly and takes a stretch through the hip flexors.
The muscles involved are identical to the dumbbell version, because it is the same exercise. What changes is what limits you.
With dumbbells, the Bulgarian split squat is frequently limited by balance and grip long before the front leg is done. You wobble, you correct, you finish the set with a leg that still had reps in it. On a fixed rail, that disappears. The bar cannot drift sideways, so neither can you, and the set ends when the quadriceps and glutes stop rather than when the ankle gives up.
That is the whole case for this version, and it is a strong one. It lets you load a single leg squat heavier and push closer to genuine failure than any free weight version of the same movement.
The cost is precisely what you removed. The stabiliser work at the ankle, hip and trunk is gone, and so is the skill of managing a load on one leg in free space. If that work was the reason you chose single leg training, this version does not deliver it.
Setting up and executing
Set a bench at roughly knee height inside the machine and set the bar to just below shoulder level.
Place the rear foot on the bench and step the front foot forward. Now find the position where the bar path runs through the middle of your front foot. This is the whole setup, and because the bar cannot move horizontally, your feet have to do the adjusting.
Set the bar across the upper back and rotate it out of the hooks. Brace the abs and keep the torso close to upright.
Lower by bending the front knee and hip together until the rear knee is close to the floor.
Drive up through the whole front foot to full hip extension, then repeat without resting the bar.
The mistakes that cost you the most
A bar line that does not run over the front foot is the fault that ruins this exercise. On a free bar you would drift into a workable position without noticing. On a rail you cannot, so you spend every rep fighting a load that wants to travel somewhere your leg is not. Move the bench and the front foot until the line is right, and never solve the problem by leaning.
Treating the fixed path as free licence is the other trap. Removing the balance demand makes the movement easier to perform, not easier to do well. Depth and control still matter.
A bench that is too high tips the pelvis forward and shifts the sensation to the rear hip flexor. Knee height is the default.
Stopping short of the floor is easy to hide here because the bar travels a visibly long way even on a partial rep. Kubo and colleagues found deeper squat training produced greater lower limb muscle volume, and Pallares and colleagues found full range training outperformed partial range work for strength and hypertrophy. The rear knee should come close to the floor on every rep.
Sets, reps and rest by goal
Because failure is safe here, programme a little more aggressively than you would with dumbbells.
For muscle gain, three sets of eight to twelve per leg with two minutes rest. For strength, four sets of six to eight with three minutes. In a fat loss phase, three sets of twelve to fifteen with ninety seconds.
Take the last set of a hypertrophy block close to failure on each leg. The catch hooks mean a missed rep is a rotation of the wrists rather than a problem, and this is one of the few single leg movements where you can genuinely find the end of a set.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so use the machine's safety on the final set rather than every set.
Where it fits in your split
Second in a lower body session, after the main squat or deadlift pattern.
On push, pull and legs it goes on legs day. On a bro split it follows the main squat. On an upper and lower split it is the loaded unilateral squat. On a full body programme it is a good option when you are training alone, since nothing about it requires a spotter.
There are two clear cases for choosing it over the dumbbell version.
The first is loading. If your legs have outgrown the dumbbells your gym owns, or your grip fails before your quadriceps do, the bar solves that immediately.
The second is fatigue management. Later in a session, when your ankle and hip stabilisers are tired, a free weight single leg squat becomes a balance test rather than a leg exercise. The rail lets you keep loading the muscle past that point.
The case against is narrow. If you want the stabiliser work, or you are training for sport on one leg, the free weight version is the one that matches. Speirs and colleagues' finding that single leg training transferred well to single leg tasks came from free weight work, not machines.
Variations worth knowing
The dumbbell Bulgarian split squat is the same movement with the load in your hands, keeping the stabiliser and balance demand that the machine removes.
The barbell Bulgarian split squat sits between the two, with the loading potential of a bar and the balance demand of free weights.
The Smith machine split squat keeps both feet on the floor, removing the rear leg stretch, which suits people whose hip flexors object to the elevated position.
The deficit version stands the front foot on a plate so the rear knee can drop below floor level, which extends the range where the front leg is most stretched.
And the Smith machine reverse lunge steps the rear foot back each rep instead of parking it, adding a small stepping demand while keeping the fixed bar path.
What the evidence says
Speirs and colleagues compared unilateral and bilateral squat training and found single leg work produced comparable strength gains with better transfer to single leg performance, which is the reason unilateral squatting is worth programming at all.
Stastny and colleagues examined how load position changes muscle activity in split squats and walking lunges, supporting the idea that where the weight sits alters the balance of work between the quadriceps and the hip extensors, which is exactly the difference between a bar on the back and dumbbells at the sides.
Schoenfeld's review of squatting kinematics and kinetics describes how torso and shin angle determine the split between knee and hip contribution, which is why the stance length decision here is the most consequential thing you do.
Kubo and colleagues trained squats at different depths and found greater lower limb muscle volume with deeper training, supporting the full descent.
Pallares and colleagues found full range training beat partial range training for both strength and hypertrophy, reinforcing the same point on a movement where partial reps are easy to hide.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found training close to failure produces comparable growth to reaching it, which together set the volume and the stopping rule.
Common questions
Is this the same exercise as the dumbbell Bulgarian split squat?
Yes. Same joints, same muscles, same movement, different implement. The Smith removes the balance demand so you can load heavier and push closer to failure. The dumbbells keep the stabiliser work and let the foot path stay free. Pick based on which of those you want, not because you think one is a different exercise.
How far should the front foot be from the bench?
That choice decides the bias. A short stance keeps the torso upright, sends the knee forward and loads the quadriceps. A long stance tips the torso, keeps the shin more vertical and loads the glutes and adductors. Set it before you load the bar, note where your foot goes, and keep it constant within a block.
Why does the bar feel like it is pulling me?
Because the bar line is not over the middle of your front foot. The rail decides where the load travels, so your feet have to be positioned to match it. Reposition the bench and the front foot rather than compensating with your back.
Does the fixed path make it less effective?
Not for muscle growth. What it removes is stabiliser work and single leg skill, which matter for sport and for general robustness but not for the size of your quadriceps. If those things are your reason for training on one leg, use free weights.
Can I train to failure on this?
Yes, and it is one of the better reasons to use it. Rotate the bar into the hooks when the rep stalls. That said, most sets do not need to be maximal, so save the failure sets for the last set on each leg.
