How to perform it
With the rear foot resting on a bench behind you and a dumbbell in each hand, lower the front knee until the back knee approaches the floor, then drive back up.
- Set a flat bench or box at roughly knee height.
- Stand about two feet in front of it with a dumbbell in each hand.
- Place the top of the rear foot or the toes on the bench.
- Check the stance length with one slow rep before loading properly.
- Set the front foot flat and the torso close to upright.
- Brace the abs and take a breath.
- Lower by bending the front knee and hip together.
- Stop when the rear knee is close to the floor.
- Drive up through the whole front foot without pushing off the bench.
- Finish each rep with the front hip fully extended.

Common mistakes
Bench far too high
A high bench tips you forward and loads the rear hip flexor instead of the front leg. Knee height is plenty.
Stance length chosen by accident
Foot distance from the bench decides quad or glute bias. Pick it deliberately rather than standing wherever you land.
Pushing off the rear foot
Driving through the back leg turns a single leg exercise into a bad split squat.
Fear of the knee travelling forward
Forward knee travel is normal in a short stance and is not a fault. Cutting it short just shortens the range.
Loading before the balance is there
If you wobble through every rep the legs never get loaded. Hold something for a few sessions first.

What the dumbbell Bulgarian split squat actually trains
A dumbbell Bulgarian split squat is a single leg squat in which the rear foot rests on a bench behind you and you hold a dumbbell in each hand.
The front leg does nearly all of the work. Vastus lateralis, vastus medialis and rectus femoris extend the knee, while gluteus maximus and adductor magnus extend the hip. The hamstrings work isometrically to control the shin, and the calf and the small muscles of the foot fire continuously to keep you over the front foot.
The rear leg is not resting, but it is not really training either. It offers a little support and takes a stretch through the hip flexors and rectus femoris, which is why people with stiff hips find the position uncomfortable before they find it difficult.
What makes the dumbbell version distinct is where the load sits. A weight in each hand hangs below your centre of mass, close to your body, which keeps the whole system relatively stable compared with a bar on your back. It also means the ceiling on the exercise is often your grip or your balance rather than your legs.
Speirs and colleagues compared unilateral and bilateral squat training in trained athletes and found the single leg work produced comparable strength gains alongside better performance on tasks performed on one leg. Neither result says anything about correcting imbalances, which is the reason most people give for doing this. The honest reason is simpler: it loads one leg heavily with modest total load, it is available anywhere there is a bench, and it lets you train the squat pattern hard without a rack.
Setting up and executing
Set a flat bench or box at roughly knee height. Higher is not better; a tall bench tips your pelvis and turns the exercise into a hip flexor stretch you happen to be squatting through.
Stand about two feet in front of it with a dumbbell in each hand, then place the top of the rear foot or the toes on the bench.
Set the front foot flat, keep the torso close to upright, brace the abs and take a breath.
Lower by bending the front knee and hip together until the rear knee is close to the floor. Let the front knee travel forward as far as it naturally wants to.
Drive up through the whole front foot without pushing off the bench, and finish each rep with the front hip fully extended.
The mistakes that cost you the most
A bench set far too high is the most common setup error. It pitches you forward, loads the rear hip flexor, and makes the front leg the junior partner in its own exercise. Knee height is enough.
Stance length chosen by accident is the mistake that matters most, because foot distance from the bench decides which muscles get the work. A short stance, with the front foot closer to the bench, keeps the torso upright, forces more forward knee travel and biases the quadriceps. A long stance, with the front foot further forward, tips the torso and shin more upright, lengthens the hip lever and biases the gluteus maximus and adductors. Neither is correct in general. Pick one on purpose based on what you want, and keep it consistent within a block so the loads mean something.
Pushing off the rear foot converts a single leg exercise into a poor split squat. The back foot is a kickstand, not a driver.
Fear of the front knee travelling past the toes leads people to shorten the stance and then refuse to use it. Forward knee travel is a normal feature of a deep squat pattern, not a fault, and Hartmann and colleagues' analysis of joint loading across squat depths found no support for the idea that deep knee flexion under sensible load is inherently harmful.
Sets, reps and rest by goal
Treat this as a primary lift, because it is one.
For muscle gain, three sets of eight to twelve per leg with two minutes rest. For strength, four sets of six to eight with three minutes. In a fat loss phase, three sets of twelve to fifteen with ninety seconds.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is worth remembering when unilateral work tempts you to count each pair as one set.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On this movement the last rep to failure is usually the rep where balance fails first, so leaving a little in reserve costs you nothing.
Where it fits in your split
Early in a lower body session, as the main or second squat pattern.
On push, pull and legs it goes on legs day. On a bro split it follows the squat or replaces it. On an upper and lower split it is the unilateral squat. On a full body programme it is efficient, since it needs a bench and two dumbbells rather than a rack.
The interesting question is whether it can replace bilateral squatting entirely. For most people it can. The research on unilateral versus bilateral training does not show a meaningful hypertrophy or strength penalty for single leg work, and the total spinal load is far lower for a given amount of leg stimulus. Bloomquist and colleagues found deep squatting produced greater leg muscle growth than shallow squatting, and a split squat achieves that depth naturally without any mobility argument.
Variations worth knowing
The bodyweight Bulgarian split squat is the same movement unloaded, and it is genuinely enough for most beginners for several months.
The Smith machine version replaces the dumbbells with a fixed bar, which removes the balance demand and lets you push closer to failure with more load.
The barbell Bulgarian split squat raises both the load and the balance demand at once, which suits confident lifters and frustrates everyone else.
The front foot elevated split squat puts both feet on the floor with the front one on a plate, adding depth without the rear foot on a bench.
The deficit version stands the front foot on a plate so the rear knee can travel below floor level, extending the range at the bottom.
And the goblet Bulgarian split squat, with a single dumbbell at the chest, helps keep the torso upright and works well for learning the quad biased short stance.
What the evidence says
Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found single leg training produced comparable strength gains with better transfer to single leg tasks, which is the strongest practical case for programming this movement.
Liao and colleagues pooled the unilateral versus bilateral literature in a meta-analysis and found broadly similar strength and jump outcomes, with an advantage for unilateral work on change of direction speed.
Stastny and colleagues examined how dumbbell carrying position changes muscle activity in split squats and lunges, which supports the idea that small setup choices, including where the load sits, shift the balance of work between the quadriceps and the hip extensors.
Kubo and colleagues trained squats at different depths and found greater lower limb muscle volume increases with deeper squatting, which supports lowering until the rear knee is near the floor rather than stopping at a comfortable half rep.
Bloomquist and colleagues found deep squatting produced greater muscle and tendon adaptations than shallow squatting under heavy load, reinforcing the same point.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found training close to but not at failure produces comparable growth, which together set the sensible sets and stopping point.
Common questions
How far should my front foot be from the bench?
Far enough that the position matches the bias you want. A short stance keeps you upright, drives the knee forward and loads the quadriceps. A long stance tips the torso, lengthens the hip lever and loads the glutes and adductors more. Set it deliberately, mark the spot, and keep it the same within a training block so your loads are comparable.
Is this the same as the bodyweight Bulgarian split squat in the library?
Yes, it is the same movement with dumbbells in your hands. The unloaded entry covers the pattern for people who cannot yet load it, and this one covers what changes once you can. If you are choosing between them, use bodyweight until you can do fifteen clean reps per leg, then pick up dumbbells.
Should the front knee go past the toes?
Yes, and it will whether you want it to or not in a short stance. Forward knee travel is a normal part of a deep single leg squat, and analyses of joint loading across squat depths do not support treating it as a fault. Forcing the shin vertical simply shortens the range and moves load to the lower back.
Why is my rear leg the thing that hurts?
Usually because the bench is too high, which pulls the rear hip into extension while the front knee is bending. Drop the bench to knee height and rest the toes rather than the top of the foot on it. Some rear leg stretch is unavoidable and normal.
Can this replace barbell squats?
For muscle and general strength, it can. Unilateral training does not show a meaningful penalty against bilateral training in the comparative research, and the spinal load is lower per unit of leg stimulus. You give up top end loading and the barbell squat skill itself, which matter only if you specifically want them.
