How to perform it
Seated with a dumbbell or bar overhead, lower it behind your head and extend back to full lockout.
- Sit on an upright bench with the back supported.
- Bring a dumbbell or bar overhead with the arms straight.
- Set the elbows pointing forward, close to the sides of your head.
- Brace the abs and keep the ribs down against the pad.
- Bend the elbows to lower the weight behind your head.
- Keep the upper arms still while the forearms travel.
- Lower until you feel a strong stretch in the back of the arm.
- Reverse smoothly without bouncing out of the bottom.
- Extend the elbows fully overhead.
- Pause for a beat at the top and repeat.

Common mistakes
Elbows flaring wide
Wide elbows shorten the range and hand work to the shoulder. Keep them pointing forward near your head.
Arching the lower back
Leaning back to reach lockout loads the spine instead of the triceps. Brace and keep the ribs down.
Cutting the depth short
A shallow rep removes the stretch, which is the whole point of training overhead.
Going too heavy
The deep overhead position is where elbows and shoulders complain. Moderate loads and higher reps work better.
Shrugging the shoulders
Letting the shoulders rise towards the ears shifts the movement and reduces the stretch on the long head.

What the seated overhead triceps extension actually trains
A seated overhead triceps extension is an elbow extension exercise performed with the arm above the head, lowering a dumbbell or bar behind the neck by bending the elbows and then straightening the arms again.
All three heads of the triceps extend the elbow, and the anconeus assists near lockout. The reason to bother with the overhead position is the long head specifically.
The long head is the only head that attaches above the shoulder joint, running from the scapula to the ulna, which means its length changes with shoulder position. With your arm by your side it is relatively short. With your arm overhead it is stretched, and it stays stretched throughout the rep.
Maeo and colleagues found that triceps hypertrophy was substantially greater after elbow extension training performed in the overhead position than after the same training performed with the arm in a neutral position at the side. That is the single most actionable finding in triceps training, and this exercise is the most direct way to apply it.
Kholinne and colleagues found the three heads of the triceps do not contribute identically to elbow extension, which is the anatomical basis for expecting shoulder position to matter at all.
Seated with a back support is the practical version. Standing works, but as the set gets hard the lower back arches to help, and a bench pad makes that harder to do without noticing.
The trade off is honest. The deep overhead position asks something of your shoulders, and lifters with restricted overhead mobility will struggle to get into it comfortably. Kolber and colleagues reviewed shoulder complaints attributed to resistance training and identified loaded overhead positions as ones worth treating with some care, which is a good reason to build up the range gradually rather than loading it heavily on day one.
Setting up and executing
Sit on an upright bench with the back supported and bring a dumbbell or bar overhead with the arms straight.
Set the elbows pointing forward and close to the sides of your head. This is the position that determines whether the exercise works.
Brace the abs and keep the ribs down against the pad. A braced torso is what stops the lower back from arching later in the set.
Bend the elbows to lower the weight behind your head, keeping the upper arms still and letting only the forearms travel.
Lower until you feel a strong stretch in the back of the arm, as deep as your shoulders comfortably allow.
Reverse smoothly without bouncing, extend the elbows fully overhead, pause for a beat and repeat.
The mistakes that cost you the most
Elbows flaring wide is the most common fault and the most costly. As the load increases, the elbows drift outwards because that shortens the lever and lets the shoulders help. It also reduces the stretch on the long head, which was the reason you chose this exercise. Keep them pointing forward, close to your head.
Arching the lower back is the second, and the bench makes it easy to spot. If your ribs are lifting off the pad to help you reach lockout, the weight is too heavy and your spine is paying for it.
Cutting the depth short removes the stretch entirely and leaves you with an awkward pushdown. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and here the deep end of the range is where the advantage lives.
Going too heavy is the underlying cause of the first three. This is not a movement that rewards maximal loading; moderate weights and higher reps produce better results with fewer complaints from the elbows and shoulders.
Shrugging the shoulders as you extend shifts the movement away from the elbow and reduces the long head stretch. Keep the shoulders set down and let the elbows do the work.
Sets, reps and rest by goal
Programme this as your primary triceps exercise, with sensible loads.
For muscle gain, three sets of ten to fifteen with ninety seconds of rest. For strength, three sets of eight to twelve with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Avoid low rep maximal work. The deep overhead position under a heavy load is where shoulder and elbow problems begin, and the growth response in the ten to fifteen range is more than adequate.
Warm up the position rather than the weight. A set of fifteen with something very light, taken to full depth, prepares the shoulders far better than jumping straight into working sets.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and eight to sixteen hard triceps sets a week suits most people once pressing volume is counted.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On an overhead movement that rule is worth following strictly, because the failure rep is the one where the elbows flare and the back arches.
Progress by adding reps first, then the smallest available increment. Coarse dumbbell jumps are a real problem here, so a cable or an EZ bar version is often easier to progress.
Where it fits in your split
Early in your triceps work, after the pressing.
On push, pull and legs it is the first triceps movement on push day. On an arms day it opens the triceps work. On a bro split it comes before the pushdowns. On an upper and lower split it follows the presses. On a full body programme it is worth a slot if arm size is a priority.
The order is the point. If overhead extension work produces more triceps growth than short arm position work, it should receive your freshest sets. Doing three pushdown variations first and finishing with a token overhead set is the wrong way round, and it is what most people do.
Pair this with one pushdown and stop. The overhead movement covers the long head at length, the pushdown adds volume and lets you finish hard without shoulder involvement. A third triceps exercise adds fatigue rather than growth.
Two sessions a week is a reasonable frequency, remembering that every press you do already trains the triceps.
Variations worth knowing
A single arm overhead extension uses one dumbbell and lets the free hand steady the working elbow, which makes the position much easier to hold and exposes side to side differences.
An EZ bar overhead extension puts both hands on a cambered bar, which loads more easily than a single heavy dumbbell and is kinder on the wrists.
A cable overhead extension with a rope keeps tension on through the stretched position and removes the awkward moment of hoisting a dumbbell into place, which makes it arguably the best version of this movement.
A standing overhead extension removes the back support and adds a core demand, at the cost of making the lumbar arch easier to hide.
The lying barbell triceps extension uses a shallower shoulder angle and loads more conveniently, sitting between this and a pushdown.
And the rope pushdown is the short arm position counterpart, better for accumulating volume than for training the stretch.
What the evidence says
Maeo and colleagues found triceps brachii hypertrophy was substantially greater after elbow extension training performed in the overhead position than in the neutral arm position, which is the direct evidence for this exercise and the reason it deserves priority over pushdowns.
Kholinne and colleagues examined the different roles of each head of the triceps brachii during elbow extension and found the heads contribute unequally depending on position, which explains why shoulder angle changes the training effect.
Pedrosa and colleagues found training at long muscle lengths produced favourable muscular adaptations, which is the general principle that Maeo's finding fits inside.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which supports lowering as deep as your shoulders comfortably allow.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded overhead positions as ones worth approaching carefully, which is why building the range gradually and keeping loads moderate is sensible here.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which sets the volume target once the exercise selection is right.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which is the stopping rule that keeps the elbows pointing forward.
Common questions
Is this really better than pushdowns for the triceps?
For the long head, yes, and the difference is not marginal. Maeo and colleagues found substantially greater triceps growth from overhead elbow extension than from the same work with the arm at the side. Pushdowns remain useful for volume, but they should not be the foundation of your triceps training.
How deep should I lower the weight?
As deep as your shoulders comfortably allow, which for most people means the forearms well past parallel and a clear stretch in the back of the arm. If your shoulders limit you, work on the range over weeks rather than forcing it in one session.
My elbows flare no matter what. What do I do?
Use a single dumbbell held in both hands, or a cable rope, both of which are easier to keep narrow than two separate dumbbells. Reducing the weight fixes it more often than any cue does.
Seated or standing?
Seated with a back support, as the default. Standing makes it too easy to arch the lower back as the set gets hard, and the pad gives you an obvious reference for whether your ribs have lifted.
How does this differ from a lying triceps extension?
Both train the triceps with the shoulder flexed, which is what matters. The overhead version takes the shoulder further, so the long head is at a longer length, while the lying version is easier to load and gentler on the shoulder. They overlap heavily, so run one as your main lengthened movement rather than both.
