A single leg knee curl against a low cable. Light, awkward to set up, and the best option when there is no leg curl machine.

How to perform it

With an ankle strap attached to a low cable, stand facing the machine and curl your heel up towards your backside, then lower under control.

  1. Attach an ankle strap to the lowest pulley on a cable machine.
  2. Fasten the strap just above the ankle bone of one leg.
  3. Stand facing the machine, a step back from the pulley.
  4. Hold the frame or an upright for balance.
  5. Stand tall with a slight bend in the supporting knee.
  6. Keep the working thigh vertical and still.
  7. Curl the heel up towards your backside.
  8. Pause for a beat at the top of the curl.
  9. Lower over three seconds until the leg is straight.
  10. Complete all reps on one side, then swap the strap over.

Common mistakes

Letting the thigh swing back

If the knee travels behind you the hip is doing the work. Keep the thigh still and only the knee bending.

Going too heavy

Excess load turns this into a whole body swing against a cable. The honest weight is small.

Standing too close to the pulley

Standing on top of the cable removes tension at the bottom of the range. Take a step back.

Fighting for balance

If staying upright is the hard part you are not training the hamstring. Hold the frame.

Rushing the lower half

Letting the cable snap the leg straight throws away the most useful part of the rep.

What the standing cable leg curl actually trains

A standing cable leg curl is a single leg knee flexion exercise in which an ankle strap attached to a low pulley resists you curling your heel up towards your backside.

The hamstrings do the work. Biceps femoris, semitendinosus and semimembranosus bend the knee, with the gastrocnemius assisting, and on the supporting side the glutes and calf work isometrically to keep you upright.

It is worth being honest about what this exercise is for. It is a substitute. If your gym has a seated leg curl machine, use that instead, and the reason is straightforward: a seated curl loads more weight, needs no balance and holds the hamstring at a longer length because the hips are flexed. Maeo and colleagues found greater hamstring hypertrophy from training at long muscle lengths, and standing upright is the shortest hip position you can train knee flexion in.

So why does this exercise exist at all? Because plenty of gyms have a cable stack and no curl machine, and plenty of home setups have a cable or a band and nothing else. Knee flexion is a genuine gap in most leg training, since squats, lunges and Romanian deadlifts train hip extension and leave the knee flexors almost untouched. Filling that gap with an imperfect exercise beats not filling it.

There is one real advantage. It is one leg at a time, and a two legged machine lets the stronger side quietly take over. Working alone, each hamstring has to do its own reps. Liao and colleagues reviewed unilateral against bilateral training and found comparable outcomes across strength and speed measures, so nothing is lost by working one side at a time beyond the extra minutes.

Setting up and executing

Attach an ankle strap to the lowest pulley on a cable machine and fasten it just above the ankle bone.

Stand facing the machine, a step back from the pulley, so there is tension on the cable with the leg straight. Standing directly on top of the pulley removes the resistance at the start of the rep.

Hold the frame or an upright. Balance should not be the hard part of this exercise.

Stand tall with a slight bend in the supporting knee and keep the working thigh vertical and still.

Curl the heel up towards your backside, pause for a beat, then lower over three seconds until the leg is straight.

Complete all reps on one side before swapping the strap over.

The mistakes that cost you the most

Letting the thigh swing back is the fault that turns this into a different exercise. As the hamstring tires, the knee drifts behind you and the hip extends, which recruits the glutes and hides the fatigue. The working thigh should stay where it started, with only the knee moving.

Going too heavy is the fault that creates the first one. There is not much weight available in a single knee flexion, and the moment you exceed it the whole body starts helping. A small number on the stack that you can control is worth more than a big one you swing.

Standing too close to the pulley is the setup fault. If you are on top of the cable, the bottom of the range has no tension at all, which is a strange thing to accept from the one implement that could have given you resistance there.

Fighting for balance means you are training your ankle rather than your hamstring. Hold the frame and let the leg work.

And rushing the lower half wastes the return. Schoenfeld and colleagues found eccentric actions produce hypertrophy at least as well as concentric ones, and letting the cable snap your leg straight is skipping half the rep.

Sets, reps and rest by goal

Higher reps, light load, short rest, and per leg.

For muscle gain, three sets of ten to twenty per leg with a minute. For strength, three sets of eight to twelve with ninety seconds, though nobody has meaningful strength goals on a cable leg curl. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Count sets per leg, not per exercise. Three sets each side is six sets of your working time and three sets of stimulus for each hamstring.

Take the sets close to failure. There is no risk here worth managing, and the load is too small for technical breakdown to be dangerous. Refalo and colleagues found stopping a rep or two short produces comparable growth to going to failure, so a hard but controlled stopping point is fine.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and knee flexion is usually the most undertrained part of a leg programme. Two or three sessions a week with a few sets each beats one long hamstring day.

Where it fits in your split

Late in a lower body session, after the squatting and hinging.

On push, pull and legs it goes on legs day. On a bro split it comes near the end of hamstring or leg day. On an upper and lower split it fills in on either lower session, particularly when the curl machine is occupied. On a full body programme it is a quick way to add knee flexion if a cable is free.

The strategic point is the pairing. Bourne and colleagues found exercise selection changes which hamstring muscles work hardest, with knee flexion movements biasing semitendinosus and hip extension movements biasing biceps femoris long head. A programme with Romanian deadlifts and no curls has trained one half of that.

This exercise is how you cover the other half when the equipment is limited. Run it alongside a hip hinge rather than instead of one, and switch to a seated curl machine whenever one is free.

Variations worth knowing

The seated leg curl is the version to prefer whenever the machine is free, since the flexed hip holds the hamstrings long and the loading is far better.

The lying leg curl loads the same knee flexion with the hips straight and is easier to set up than any cable version.

A kneeling cable leg curl, performed on all fours, changes the hip angle and the direction of pull, and some people find it easier to keep the thigh still.

A band leg curl does the same job against an anchored band, which travels and costs nothing.

The stability ball leg curl adds a bridge hold to the knee flexion and needs no cable at all.

And the Nordic hamstring curl sits at the opposite end of the difficulty scale, loading the eccentric with your entire bodyweight.

What the evidence says

Maeo and colleagues found greater hamstring hypertrophy after training at long muscle lengths than short ones, which is why an upright standing curl is the least favourable position for knee flexion work and why the seated machine is preferred where available.

Bourne and colleagues examined hamstring activation across exercises and found knee dominant and hip dominant movements load different parts of the group, which is the argument for including a curl of some kind rather than relying on hinges.

Liao and colleagues reviewed unilateral against bilateral training and found comparable outcomes for strength and speed, supporting single leg work as a legitimate choice rather than a compromise.

Pallares and colleagues found full range training beat partial range work, supporting the complete curl and the full return to a straight leg.

Schoenfeld and colleagues compared concentric and eccentric actions and found eccentric work at least as effective, which is the case for the slow three second lowering.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and knee flexion volume is usually where a leg programme is short.

Common questions

Is this as good as a seated leg curl?

No, and it is not close. The seated machine loads more weight, needs no balance and holds the hamstrings at a longer muscle length, which the evidence favours. Use the cable version when the machine is not available or you are training somewhere without one.

Why can I barely move any weight?

Because the lever from your knee to your ankle is short and the hamstrings are working alone, without a hip extension component to help. The numbers on a knee flexion movement are always small. Judge the exercise by whether the reps are hard, not by the stack.

My hamstring cramps when I curl. What is going on?

Common on single leg curls, especially when the muscle is at its shortest and the load is light. Shorten the range slightly at the top, reduce the rep speed and build volume gradually. It usually settles within a few sessions.

Can I use a band instead of a cable?

Yes, and it works well for home training. A band gives you least tension where the cable gives you most, at the bottom, so add a pause at the top to compensate. It is a different resistance profile, not a worse exercise.

Should I do both legs or just my weaker side?

Both, and equally. Doing extra work on one side to even things out rarely achieves what people hope, and side to side differences of a few per cent are normal rather than a problem. The value of single leg work is that each side gets its own honest effort, not that it corrects an imbalance.
