The bent knee takes the big calf muscle out of the equation, which sounds like a downside until you realise the muscle underneath it is the one most people never train.

How to perform it
Seated with the pads across the thighs, press through the balls of the feet to raise the heels as high as possible.
- Sit in the machine and place the balls of your feet on the platform with the heels hanging off.
- Adjust the thigh pads so they sit snugly across the lower thighs, just above the knees.
- Set the knee angle at roughly ninety degrees, which is what puts the soleus in charge.
- Release the safety catch and take the weight on the balls of your feet.
- Let the heels sink as far below the platform as your ankles allow.
- Pause for a beat in that stretched bottom position rather than bouncing out of it.
- Press through the balls of the feet to raise the heels as high as they will go.
- Hold the top position for a beat, feeling the contraction rather than resting on the joint.
- Lower over about two to three seconds back to the full stretch.
- Keep the feet pointing straight ahead unless you are deliberately varying foot position.

Common mistakes
Short, bouncing reps
Fast partial reps let the Achilles tendon do a lot of the work through elastic recoil, which is efficient and not the point. Pause at the bottom and the top of every rep.
Not letting the heels drop
Stopping when the heels reach the level of the platform skips the stretched position entirely. Let them sink as far as your ankle allows before pressing back up.
Not going all the way up
Stopping halfway leaves the fully contracted position untrained. Press up onto the balls of the feet and hold for a beat.
Too much weight
A heavy stack with a short range is the classic seated calf raise, and it is why people conclude their calves do not respond. Use a load you can move through the full range with pauses.
Treating it as the only calf exercise
The bent knee means the gastrocnemius is at a disadvantage here. This trains the soleus well and the gastrocnemius poorly, so it needs a straight leg partner.

Variations and swaps
Seated calf machine
The standard. Thigh pads, a fixed path and easy loading, which makes it the simplest version to take close to failure.
Seated dumbbell calf raise
Sitting on a bench with a dumbbell on each thigh and the toes on a plate or block. The home version, limited by how much weight you can balance.
Leg press calf press
Feet low on the platform with the knees fairly straight. This one trains the gastrocnemius rather than the soleus, so it complements rather than duplicates.
Standing calf raise
The straight leg partner to this exercise. Trains the gastrocnemius, which the bent knee position here leaves out.
Toes in or toes out
Turning the feet in or out shifts emphasis slightly between the medial and lateral portions. A minor variable, worth rotating rather than agonising over.
Single leg seated raise
One leg at a time if the machine allows. Exposes side to side differences and doubles the time under tension per set.
What the seated calf raise actually trains
The calf is two muscles doing similar jobs from different places. The gastrocnemius is the visible one, the two heads that give the calf its shape, and it crosses both the knee and the ankle. The soleus sits underneath it, crosses only the ankle, and is larger in cross-sectional area than most people expect.
Because the gastrocnemius crosses the knee, bending the knee shortens it. A shortened muscle produces force poorly. Sit down with your knee at ninety degrees and the gastrocnemius is at a substantial disadvantage, which leaves the soleus to do the work.
That is the whole design of this exercise. It is not a worse standing calf raise. It is a soleus exercise, and the soleus is the muscle most people never train directly because almost every other calf movement is done with a straight leg.
Kinoshita and colleagues examined how knee position affects medial gastrocnemius and soleus activation during plantar flexion and found exactly the expected shift: bending the knee moves the work towards the soleus. That gives you a simple programming rule. Straight leg for gastrocnemius, bent knee for soleus, and you need both.
Setting up and executing
Sit in the machine and place the balls of your feet on the platform with the heels hanging off the back. Adjust the thigh pads so they sit snugly across the lower thighs just above the knees, and check that the knee angle is around ninety degrees.
Release the catch and take the weight. Let the heels sink as far below the platform as your ankles allow. This stretched position is where the exercise earns its keep, and it is the part almost everyone skips.
Pause for a beat at the bottom. Do not bounce. Then press through the balls of the feet and raise the heels as high as they will go.
Hold the top for a beat. You want to feel the contraction rather than perch on the joint. Then lower over two to three seconds back to the full stretch.
Keep the feet pointing straight ahead unless you are deliberately experimenting with foot position, and keep the reps deliberate throughout.
The mistakes that cost you the most
Short bouncing reps are the defining fault of calf training. The Achilles tendon is a very effective spring, and fast partial reps let it store and return energy so the muscle does comparatively little. It feels productive because the burn arrives, and it produces very little. Pause at both ends of every rep and the whole exercise changes.
Not letting the heels drop is the same problem stated differently. Stopping when the heels reach platform level skips the stretched position. Pallares and colleagues found full range training generally outperformed partial range work for adaptations, and Kassiano and colleagues found greater gastrocnemius hypertrophy from calf training performed in the stretched portion of the range compared with the shortened portion. That study was on the standing version, but the principle is the reason to insist on the full drop here.

Too much weight causes both. A heavy stack moved four centimetres with a bounce is the archetypal seated calf raise, and it is the reason so many people believe their calves do not respond to training. Halve the load and double the range.
And treating this as your only calf exercise means the gastrocnemius, the muscle you can actually see, gets very little. It needs a straight leg movement of its own.
Sets, reps and rest by goal
The soleus is heavily composed of slow twitch fibres and tolerates high reps and frequent training well.
For muscle gain, three to four sets of twelve to twenty with about a minute of rest. For strength work, three sets of ten to fifteen with ninety seconds. In a fat loss phase, three to four sets of fifteen to twenty five with shorter rests.
Whatever the rep range, the pauses matter more than the number. A set of twelve with a one second pause at the bottom and a one second hold at the top is worth several sets of twenty bounced.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Calves recover quickly and get very little stimulus from the rest of a normal programme, so two or three sessions a week of three sets each is a reasonable target. Refalo and colleagues found that stopping close to failure works well without needing absolute failure, though calves are one of the safer places to go all the way since there is nothing to drop.
Where it fits in your split
At the end of a lower body session, or bolted onto any session you like.
On push, pull and legs it goes on leg day after the squats and hinges. On an upper and lower split it belongs at the end of the lower session. On a bro split it can go on leg day or get attached to an upper day, because calves recover fast enough that the usual scheduling rules barely apply.
The important pairing is with a standing calf raise. One bent knee movement for the soleus, one straight leg movement for the gastrocnemius. Doing two bent knee variations and calling it comprehensive calf training is the most common mistake in this area.
Frequency helps here more than on most muscles. Three short exposures a week beat one long one.
Variations worth knowing
The seated calf machine is the standard for good reason. Thigh pads, a fixed path and quick loading changes make it the easiest version to take genuinely close to failure.
A seated dumbbell calf raise, with a dumbbell resting on each thigh and the toes on a block, is the home version. The limit is how much weight you can balance on your legs, which arrives sooner than you would like.
The leg press calf press is worth knowing precisely because it is not a substitute. With the legs fairly straight it trains the gastrocnemius, so it complements this exercise rather than duplicating it.
Turning the toes in or out shifts emphasis slightly between the medial and lateral portions of the calf. It is a real but minor variable, worth rotating across a block rather than obsessing over.
Single leg work, where the machine allows it, doubles time under tension per set and exposes side to side differences that a two-legged version hides.
What the evidence says
Kinoshita and colleagues examined how knee position affects medial gastrocnemius and soleus activation during plantar flexion. Bending the knee shifts the work towards the soleus, which is the anatomical basis for this whole exercise and the reason it is not interchangeable with a standing raise.
Kassiano and colleagues compared calf training performed in the stretched portion of the range against the shortened portion and found greater gastrocnemius hypertrophy in the stretched condition. That study used a standing protocol, so applying it here is an extrapolation, but it aligns with the broader range of motion literature.
Pallares and colleagues reviewed range of motion in resistance training and found full range training generally produced better adaptations than partial range training. Between those two findings, the case for letting the heels drop fully and pausing there is about as strong as exercise selection advice gets.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure give the programming. Schoenfeld and colleagues and Roig and colleagues found modest advantages for eccentric-emphasised training, which is the argument for a slow lowering rather than a drop.
Vigotsky and colleagues remain the standard caution on reading too much into activation amplitudes, which is relevant here because calf exercise comparisons are frequently made on that basis alone.
Common questions
Why does the seated version target the soleus?
Because the gastrocnemius crosses the knee joint as well as the ankle. Sitting with the knee bent at ninety degrees shortens it, and a shortened muscle produces force poorly. The soleus only crosses the ankle, so the knee angle does not affect it, which leaves it doing most of the work.
Do I still need standing calf raises?
Yes. The bent knee position that makes this a good soleus exercise makes it a poor gastrocnemius exercise, and the gastrocnemius is the part that gives the calf its visible shape. One of each, ideally in the same session or across the same week.
How many reps should I do?
Twelve to twenty is a good default, but the pauses matter more than the count. A set of twelve with a pause at the bottom and a hold at the top does more than a set of thirty bounced. If you can bounce through twenty five without effort, the range is too short.
Why do my calves never grow?
Usually range of motion and tempo rather than volume or genetics. Most calf training consists of heavy partial reps where the Achilles tendon does much of the work through elastic recoil. Drop the weight, let the heels sink fully, pause for a second at the bottom, and hold the top. Most people who make that change find their calves respond after all.
How often should I train calves?
Two or three times a week. They recover quickly, they get almost no stimulus from squats and deadlifts compared to what they can handle, and spreading the volume out keeps the quality of each set higher than cramming it into one session.
