Machine Hack Calf Raise

How to perform it

Standing in a hack squat machine with the balls of your feet on the edge of the platform and the knees straight, raise and lower your heels through a full range.

  1. Load the hack squat machine conservatively for the first set.
  2. Step in and set the shoulders under the pads.
  3. Place the balls of both feet on the bottom edge of the platform.
  4. Set the feet hip width apart with the toes pointing forward.
  5. Release the safety handles and take the load.
  6. Straighten the knees without locking them hard.
  7. Brace the abs and keep the back flat against the pad.
  8. Let the heels drop below the platform edge until the calves stretch.
  9. Pause in the stretch, then press up onto the toes.
  10. Hold the top for a second and lower over three seconds.

Common mistakes

Feet too far forward on the platform

If the heels are supported the range collapses. Only the balls of the feet should be in contact.

Bending the knees

Flexing and extending the knees turns this into a short hack squat and unloads the gastrocnemius.

Bouncing the heels

The Achilles will happily do the work if you rebound. Pause briefly at the bottom of every rep.

Loading it like a hack squat

The machine will take enormous weight, but your ankle range will not survive a load you cannot control.

Not checking the safety handles

A partly engaged catch will silently cut your range short. Clear it before the first rep.

What the hack squat calf raise actually trains

A hack squat calf raise is a standing plantarflexion exercise performed inside a hack squat machine, with the balls of the feet on the bottom edge of the platform and the knees held almost straight while the shoulders carry the load.

The gastrocnemius and soleus do the work. The gastrocnemius is the two headed muscle you can see, crossing both knee and ankle. The soleus lies underneath, crosses the ankle only, and makes up more of the calf's total volume than its appearance suggests.

Straight knees mean the gastrocnemius is held at length and takes the larger share. Kovács and colleagues found that knee position changes medial gastrocnemius and soleus activation during dynamic plantarflexion, which is the reason straight knee and bent knee calf raises are genuinely different exercises.

Now the part worth saying plainly. This is the same exercise as the leg press calf raise, the Smith machine calf raise and the standing machine calf raise. All four keep the knee straight and all four bias the gastrocnemius. The differences are where the load is applied and how good the platform edge is.

What the hack squat version does well is stability with heavy load. Your back is against a pad, your shoulders are under fixed pads, the machine controls the path and there are safety handles within reach. That combination lets you load aggressively and take a set to a genuine finish without any balance concerns at all.

What it does badly, on some machines, is the platform edge. If it is rounded, slippery or set too far from the shoulder pads, range or comfort suffers.

Setting up and executing

Load conservatively for the first set. Hack squat machines hold a lot of weight and the plate count tells you nothing about what your ankles will tolerate.

Step in and set the shoulders firmly under the pads, with your back flat against the pad behind you.

Place the balls of both feet on the bottom edge of the platform, hip width apart, toes pointing forward, heels hanging free.

Release the safety handles and take the load. Straighten the knees without locking them hard, and brace the abs.

Let the heels drop below the platform edge until the calves are fully stretched, pause there for a beat, then press up onto the toes as high as the range allows.

Hold the top for a second and lower over about three seconds.

The mistakes that cost you the most

Feet too far forward on the platform destroys this exercise without anyone noticing. If the heels have anything under them they cannot travel down, and the range shrinks to a token movement. Only the balls of the feet should touch.

Bending the knees is the second. Under load the knees start to flex and extend to help, and a calf raise becomes a short, awkward hack squat. The gastrocnemius shortens as soon as the knee bends, which is what you were trying to avoid.

Bouncing the heels is universal in calf training. The Achilles returns elastic energy efficiently, so a fast rebound moves the load with the muscle contributing far less. A brief pause is the fix, and it will cost you weight.

Loading it like a hack squat is tempting because the machine invites it. Your ankles are not your quadriceps, and a load you cannot lower under control is not training anything useful.

And not checking the safety handles is a small thing that quietly halves your range on unfamiliar machines.

Sets, reps and rest by goal

Calves handle volume well and this variation is easy to recover from, so program it generously.

For muscle gain, four sets of ten to fifteen with a minute of rest. For strength, four sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Tempo decides whether the sets do anything. Three seconds down, a pause in the stretch, a full squeeze at the top. Schoenfeld and colleagues compared concentric and eccentric muscle actions and found broadly similar hypertrophy, so the slow negative is a control measure rather than a special stimulus. Its job is to stop your tendons doing your training.

Because the machine is stable and the safeties are right there, this is a good place to take the last set to genuine failure, then hold the stretched position for as long as you can stand it.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and calves are the body part where people most consistently underdo the set count and then conclude they are unresponsive.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to reaching it, so the earlier sets do not need to be maximal.

Where it fits in your split

At the end of a lower body session.

On push, pull and legs it slots straight after the hack squats on legs day, which is the whole practical argument for it: you are already in the machine. On a bro split it is the straight knee calf work on leg day. On an upper and lower split it fits either lower session, twice a week if calves matter to you. On a full body programme it is convenient when the hack squat is already yours.

That convenience is worth more than it sounds. Calf training fails mostly because it gets skipped at the end of a long session, and an exercise done in a machine you are already standing in removes the main excuse.

Pair it across the week with a seated calf raise. Straight knee here, bent knee there, and you have covered the only distinction supported by the anatomy.

Two sessions a week is a good target.

Variations worth knowing

The machine standing calf raise uses a dedicated calf machine with shoulder pads and a purpose built platform edge, which is usually the more comfortable version of the same movement.

The Smith machine calf raise puts a bar on rails over a block and is the most widely available equivalent when no calf machine exists.

The leg press calf raise keeps the knees straight but applies the load to the feet rather than the shoulders, which removes spinal compression entirely.

The seated calf raise bends the knee, shortens the gastrocnemius and shifts emphasis to the soleus, which is the genuinely different exercise rather than another delivery mechanism.

The single leg hack calf raise doubles the load on each calf and shows you plainly which side is stronger.

And the paused calf raise, with three full seconds held in the stretched position on every rep, removes the tendon bounce entirely and makes a modest load feel considerable.

What the evidence says

Kassiano and colleagues found greater gastrocnemius hypertrophy from calf training performed at long muscle lengths, which is the strongest single reason to insist on the platform edge and a full heel drop rather than accepting a comfortable partial range.

Kovács and colleagues found that knee position alters medial gastrocnemius and soleus activation during dynamic plantarflexion, supporting the pairing of this straight knee variation with a seated bent knee one.

Pallarés and colleagues reviewed range of motion in resistance training and found full range work generally outperformed partial range work for strength and hypertrophy, which applies to both ends of the movement here.

Schoenfeld and Grgic reviewed range of motion and muscle development and reached a similar conclusion, with the nuance that where in the range you train matters as much as how much you cover.

Schoenfeld and colleagues compared eccentric and concentric actions and found broadly similar hypertrophy, which places the three second lowering as a way of controlling the tendon rather than a stimulus in its own right.

Schoenfeld and colleagues found a dose response between weekly hard sets and growth, and Refalo and colleagues found training close to failure produces comparable hypertrophy to training at it, which together support several controlled sets with one taken to the finish.

Common questions

Is this different from a Smith machine or leg press calf raise?

Not meaningfully. All three keep the knee straight and load plantarflexion, so all three bias the gastrocnemius. The differences are where the load sits and how usable the platform edge is. Choose on comfort and availability rather than theory.

How straight should my knees be?

Almost straight, held there for the whole set. A locked knee is uncomfortable under load, and a bent knee shortens the gastrocnemius and turns this into a worse version of a seated calf raise.

Should I pause at the bottom?

Yes, on every rep. Without a pause the Achilles tendon stores and returns energy through the bottom of the range and the muscle does considerably less work. The pause will force you to reduce the load, which is a sign it is doing its job.

How heavy should I go?

Heavy enough that ten to fifteen controlled reps with a pause is genuinely hard, and no heavier. The machine will accept far more weight than your ankles can move through a full range, and a big plate count with a tiny range is not training.

Can I take these to failure?

Yes. The machine is stable, your back is supported and the safeties are within reach, which makes this one of the safer places to finish a calf set properly. Take the last set to failure and leave the earlier ones a rep or two short.
