Ring Triceps Extension

A bodyweight triceps extension on gymnastic rings. Loads the long head at length and demands a great deal of shoulder and trunk control.

How to perform it

Leaning forward on rings with a straight body, bend at the elbows until the hands are beside your head, then extend the arms to return.

  1. Set the rings at roughly chest height.
  2. Take a ring in each hand with a straight arm.
  3. Walk your feet back until your body leans forward.
  4. Squeeze the glutes and brace the abs hard.
  5. Set a straight line from heels through hips to head.
  6. Bend the elbows and let the hands travel towards your forehead.
  7. Keep the upper arms pointing forward, not flaring wide.
  8. Lower until the rings sit beside or behind your ears.
  9. Extend the elbows to press yourself back to a straight arm.
  10. Turn the rings slightly outwards at the finish.

Common mistakes

Breaking at the hips

Piking to make the rep easier turns it into a shoulder movement. Keep a rigid line from heels to head.

Starting too horizontal

The lower the rings and the flatter you are, the harder it gets. Begin upright and progress slowly.

Letting the elbows flare wide

Wide elbows recruit the chest and shorten the range at the shoulder.

Pressing instead of extending

If the shoulders move as much as the elbows, you are doing a ring push-up on a diagonal.

Losing control of the rings

The rings will drift as you fatigue. Stop the set when you can no longer keep them steady.

What the ring triceps extension actually trains

A ring triceps extension is a bodyweight elbow extension performed leaning forward on gymnastic rings, bending at the elbows until the hands are beside the head and then straightening the arms to return.

The triceps brachii extends the elbow. The lateral and medial heads cross only the elbow. The long head also crosses the shoulder, and in this position the upper arm is held forward and up relative to the torso, so the long head is loaded at a long length. That is the reason this exercise is worth more than most bodyweight triceps work.

Kholinne and colleagues examined the role of each head in elbow extension and found the heads contribute unequally depending on the position, and Maeo and colleagues found substantially greater triceps growth, particularly in the long head, when elbow extension was trained with the shoulder flexed rather than with the arm at the side. A ring extension is a bodyweight way of reaching that flexed shoulder position.

The rings add a second layer. Because they hang freely, they will drift sideways, forwards and apart unless you hold them, so the shoulders, the scapular muscles and the trunk work hard alongside the triceps. That makes the exercise a better training stimulus and a harder one to perform cleanly.

The main practical limitation is loading. You adjust difficulty by changing your body angle or elevating your feet, and the jumps between positions are large and awkward. Once you are strong, you run out of room. That is the same ceiling every bodyweight triceps exercise hits.

Setting up and executing

Set the rings at roughly chest height to begin with. Higher rings and a more upright body make the exercise easier, which is where you should start.

Take a ring in each hand with straight arms and walk your feet back until your body leans forward against them.

Squeeze the glutes and brace the abs so there is a straight line from heels through hips to head. That line is the exercise; without it you are doing something else.

Bend the elbows and let the hands travel towards and past your forehead, keeping the upper arms pointing forward rather than flaring out to the sides.

Lower until the rings sit beside or behind your ears, which is where the long head is properly stretched.

Extend the elbows to push yourself back to a straight arm, turning the rings slightly outwards at the finish.

The mistakes that cost you the most

Breaking at the hips is the fault that hides every other problem. Piking upwards mid rep shortens the lever, makes the rep easier, and moves the work to the shoulders. If your hips are leading the way back up, the set is over.

Starting too horizontal is the eagerness mistake. The flatter your body, the greater the share of your bodyweight the triceps must handle, and the difficulty climbs faster than people expect. Start standing close to upright and take small steps back over weeks.

Letting the elbows flare wide brings the chest into the movement and shortens the range at the shoulder, which removes the long head loading that justifies the exercise.

Pressing instead of extending is the same problem in a different form. If your shoulders travel as much as your elbows, this has become a ring push-up performed on a diagonal.

Losing control of the rings is inevitable at the end of a hard set. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and highlighted loaded positions worth treating carefully, and a fatigued shoulder holding a drifting ring overhead is one of them. Stop the set while the rings are still where you put them.

Sets, reps and rest by goal

Loading is coarse, so manage difficulty with body angle and rep count rather than with weight.

For muscle gain, three sets of eight to fifteen with ninety seconds rest. For strength, three sets of six to ten in a harder body position with two minutes. In a fat loss phase, three sets of twelve to twenty in an easier position with a minute.

Lower slowly. Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric actions, and on a bodyweight movement where you cannot add load, controlling the descent is one of the few progression tools available.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Six to twelve weekly triceps sets suits most people, and your pressing contributes some of them.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which fits this movement well, since the last rep before failure is usually the one where the rings escape.

Where it fits in your split

After the pressing, in a push or arm session.

On push, pull and legs it goes on push day after the presses. On a bro split it is the bodyweight extension on arm day. On an upper and lower split it works late in either upper session. On a full body programme it is a good choice when no cables or dumbbells are available. On a bodyweight push, pull and legs programme it is the main direct triceps movement, and it is a considerably better one than bench dips or diamond push-ups because the chest is not taking a share of the work.

Its real niche is a gym with rings or straps and not much else, or a training phase where you are working outdoors or at home. In that setting it is the best direct triceps exercise you can do.

In a fully equipped gym the calculation changes. A cable overhead extension puts you in the same shoulder position with a load you can adjust by five kilos at a time, which is a more practical way to progress for years. The ring version still has value as a change of stimulus and for the shoulder control it demands.

Variations worth knowing

The bar or bench triceps extension performs the same movement against a fixed surface, which removes the stability demand and makes the difficulty far easier to judge.

Elevating the feet increases the share of bodyweight the arms carry and is the natural next progression once a flat position becomes easy.

The cable overhead extension trains the same shoulder position with an adjustable load, which is the better long term tool when you have access to one.

The skull crusher, lying with a barbell or EZ bar, is the loaded free weight equivalent and progresses in small increments.

And the diamond push-up is the other common bodyweight option, with the caveat that the chest is doing a large share of the work in that movement.

What the evidence says

Kholinne and colleagues examined the different role of each head of the triceps brachii during elbow extension and found the heads are not interchangeable, which explains why shoulder position determines how much of the muscle you actually train.

Maeo and colleagues found substantially greater triceps hypertrophy, particularly in the long head, after elbow extension training performed with the shoulder flexed compared with the arm in a neutral position. The ring extension holds the arm in that flexed position throughout, which is its main advantage over pushdowns, dips and diamond push-ups.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, supporting a full descent until the rings pass your ears.

Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric actions, which matters here because slowing the lowering phase is one of the few ways to make a fixed bodyweight harder.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded positions worth treating carefully, supporting a cautious progression and ending sets before ring control is lost.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and both suggest a handful of controlled hard sets rather than repeated grinding to failure.

Common questions

How do I make it easier or harder?

Change your body angle. Raise the rings and stand more upright to make it easier; walk your feet back or elevate them to make it harder. The steps are large, so move in small increments and add reps at each position before progressing.

Why do my shoulders take over?

Because the elbows are flaring or the hips are piking, both of which shorten the lever and let the shoulder drive the movement. Keep the upper arms pointing forward, hold a straight line from heels to head, and reduce the difficulty until you can.

Is this better than diamond push-ups?

For the triceps, yes. In a diamond push-up the chest is doing a large share of the work, whereas this is a genuine elbow extension with the shoulder flexed, which is the position that produces the most long head growth. It is also harder to learn.

Can it replace cable work entirely?

For a while. The limitation is loading: you eventually run out of ways to make bodyweight harder, and a cable overhead extension adjusts in five kilo steps forever. Use rings when that is what you have, and cables when precise progression matters.

Do the rings actually add anything over a fixed bar?

Yes, though not to the triceps directly. The rings force the shoulders and trunk to stabilise a moving anchor, and they let the forearms rotate into a comfortable position rather than fixing them. If you find the instability distracting rather than useful, a bar is a perfectly good substitute.
