Ring Support Hold

Holding yourself above the rings with straight arms and the rings turned out. It is the entry requirement for every other ring exercise.

How to perform it

Support yourself above a pair of gymnastic rings with the arms locked straight, the shoulders pushed down and the rings turned out.

  1. Set the rings at roughly hip height with a stable anchor.
  2. Grip them with the palms facing each other and jump up to support.
  3. Lock the elbows completely straight.
  4. Press the shoulders down, away from your ears.
  5. Rotate the rings outwards until the palms face forward.
  6. Press the rings into your sides to stop them drifting.
  7. Brace the abs and squeeze the glutes so the body stays vertical.
  8. Point the toes and keep the legs together.
  9. Hold, breathing normally, for the target time.
  10. Step or lower down under control rather than dropping.

Common mistakes

Shrugging

Letting the shoulders ride up towards the ears is passive hanging, not support. Push down.

Soft elbows

Any bend means you are holding a partial dip, not a support. Lock them out.

Rings turned in

Palms facing each other is the beginner position. Turning out is what builds the stability.

Rings drifting wide

Letting them float away from your sides multiplies the stability demand and shortens the hold.

Chasing time before quality

A shaky sixty seconds is worth less than a solid twenty. Build the position first.

What the ring support hold actually trains

A ring support hold is a static position: you hold yourself above a pair of gymnastic rings with the arms locked straight, the shoulders pushed down and the rings rotated so the palms face forward.

It looks like doing nothing. It is not.

The chest, front deltoid and triceps work isometrically to keep the arms locked and the rings pinned to your sides. The muscles around the shoulder blades work hard to keep the shoulders depressed rather than letting the body sink between the shoulders. The abs and glutes hold the body vertical rather than letting it swing.

The distinctive demand is stability. Rings move in every direction, and holding them still requires continuous small corrections from muscles that a fixed bar never asks to work. That is why a person who can hold a parallel bar support for two minutes may find thirty seconds on rings genuinely difficult the first time.

The turned out position is the specific thing being trained. Starting with the palms facing each other is the easier version, and rotating the rings out so the palms face forward loads the shoulder in external rotation while supporting bodyweight. That position is the foundation for essentially every intermediate ring skill.

Its role in a programme is straightforward: it is the prerequisite. A solid thirty second turned out support is the standard entry requirement before attempting ring dips, and there is a good reason for it. Ring dips performed by someone who cannot hold the top position are unstable in the range where the shoulder is most vulnerable.

Setting up and executing

Set the rings at roughly hip height with a stable anchor, low enough that you can step down safely.

Grip them with the palms facing each other and jump up to support.

Lock the elbows completely straight. Any bend means you are holding a partial dip rather than a support.

Press the shoulders down, away from your ears. This is the cue people most often miss and it changes the exercise entirely.

Rotate the rings outwards until the palms face forward, and press them into your sides so they cannot drift.

Brace the abs and squeeze the glutes so the body stays vertical. Point the toes and keep the legs together.

Hold for the target time, breathing normally. Step or lower down under control at the end.

The mistakes that cost you the most

Shrugging is the fault that turns this from an exercise into a hang. When the shoulders ride up towards the ears the body sinks and the muscles around the shoulder blades stop working, which is the opposite of the position you are trying to build. Research on scapular control shows that active shoulder blade positioning changes which muscles are working during suspended positions, and here it changes everything.

Soft elbows mean you are holding a partial dip, which is a different and harder exercise, and usually a sign the position is beyond you today.

Rings turned in is the beginner position. It is where you start, but staying there indefinitely means the external rotation demand that makes this valuable never arrives.

Rings drifting wide multiplies the stability demand and collapses the hold. Press them into your sides.

And chasing time before quality is how people end up able to hold a shaky minute and unable to hold a solid twenty seconds. Kolber and colleagues identify loaded end range shoulder positions among those most often implicated in resistance training problems, and a sinking, shrugged support is exactly that position held for a long time. Build quality first.

Sets, reps and rest by goal

Time, not reps.

For muscle gain, three sets of twenty to forty seconds with ninety seconds rest. For strength, four sets of fifteen to thirty seconds with two minutes, in the strictest position you can hold. In a fat loss phase, three sets of twenty to forty five seconds with a minute.

The progression sequence is worth following in order. First hold thirty seconds on parallel bars. Then thirty seconds on rings with the rings turned in. Then thirty seconds turned out. Then start adding ring dips.

Once a strict turned out sixty second hold is comfortable, this stops being a training exercise and becomes a warm-up. At that point, add difficulty rather than time: an L-sit position, small controlled swings, or moving on to dips and their harder variants.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, though isometric holds contribute less towards that count than loaded reps do. Treat this as a skill and stability exercise rather than as chest volume. Refalo and colleagues on proximity to failure applies loosely: hold until the position degrades, not until you fall off.

Where it fits in your split

Early in a push or upper session, as preparation, or at the end as a finisher.

On push, pull and legs it goes on push day, usually as a warm-up before pressing. On a bro split it prepares chest or shoulder day. On an upper and lower split it comes before the upper session pressing. On a bodyweight programme it is a core push day skill.

Placing it early has a specific rationale. It sets the shoulder blades, wakes up the stabilisers and rehearses the position that ring dips will demand later in the session. Two sets of twenty seconds before you touch anything else is a genuinely good use of two minutes.

Placing it at the end works too, as a way to hold the position under fatigue, which is where quality actually breaks down.

Two or three times a week is fine. It is low intensity by loaded standards and recovers quickly.

Variations worth knowing

The parallel bar support hold is the stable version and the step before rings. If thirty seconds there is hard, do not move to rings yet.

The ring support with rings turned in is the easier hand position and the correct starting point on rings.

Ring dips are the dynamic movement this hold unlocks, and the reason most people train it.

Ring support swings, with small controlled leg movements in support, add a stability challenge without adding time.

The ring L-sit raises the legs to horizontal in support, which adds a large abdominal demand and is a natural next step.

And ring push-ups are the horizontal ring press, a gentler introduction to ring instability that does not require the support position at all.

What the evidence says

Research on scapular muscle activity shows that shoulder blade position substantially changes which muscles are working in suspended and supported positions, which is the basis for the depressed shoulder cue being the central technical point.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded end range positions among those most often implicated. A shrugged, sinking support is a sustained version of exactly that, which is why quality is prioritised over duration.

Research on unstable surface training shows that instability increases stabiliser demand while reducing the force the prime movers can produce. On rings that trade is the entire point of the exercise, since stability is what is being trained.

Studies on trunk muscle activity in suspended positions show significant abdominal involvement in holding the body rigid, supporting the brace as a real component rather than a detail.

Coratella and colleagues on deltoid activity and Schoenfeld and colleagues on volume give context for where this sits relative to loaded pressing, which is as preparation rather than as a substitute.

Common questions

How long should I be able to hold it?

Thirty seconds with the rings turned out, the elbows locked and the shoulders down is the standard benchmark before progressing to ring dips. Sixty seconds means the position is genuinely yours. Beyond that, add difficulty rather than time.

What does turning the rings out actually do?

It loads the shoulder in external rotation while supporting your bodyweight, which is a much greater stability demand than the neutral palms facing position. It is also the position every intermediate ring skill is built on, so training it early pays off repeatedly later.

Why do my shoulders creep up?

Because holding them down is active work and it fatigues. If they rise within a few seconds, the position is currently beyond you: drop back to parallel bars or turn the rings in, build there, and return. Holding a shrugged support for longer does not fix it.

Do I need this before doing ring dips?

Yes, and it is worth taking seriously. Ring dips ask you to control an unstable load through a range that includes a deep, vulnerable shoulder position. If you cannot hold the top of that movement still, the bottom of it is not a place to be.

Does it build muscle?

Not much directly. It is a stability and skill exercise, and isometric holds at bodyweight do not accumulate much hypertrophy stimulus. Its value is that it makes the exercises which do build muscle, particularly ring dips and their variants, available to you.
