How to perform it
Standing on the middle of a resistance band with a handle in each hand and the palms facing in, curl the handles up to your shoulders and lower them under control.
- Stand on the middle of a resistance band with your feet hip width apart.
- Take a handle or an end of the band in each hand.
- Turn the palms to face each other in a neutral grip.
- Shorten your stance on the band until you feel tension with the arms straight.
- Stand tall with the abs braced and the ribs down.
- Pin the elbows against your sides.
- Curl both handles up towards the shoulders without rotating the wrists.
- Stop when the band tension pulls the elbows forward.
- Lower slowly over three seconds against the band.
- Straighten the arms fully before the next rep.

Common mistakes
Not enough starting tension
If the band is slack with the arms straight, the bottom half of every rep is unloaded. Stand wider on the band or step onto a shorter section.
Letting the band snap you back down
The return is where a band gives you most of its useful work. Resist it over about three seconds.
Rotating into a supinated grip
Turning the palms up as you rise turns this into an ordinary curl and takes load off the brachialis and brachioradialis.
Elbows travelling forward
As band tension climbs near the top, the elbows want to swing forward. Keep the upper arms vertical.
Treating the band as a progression tool
You cannot add two kilos to a band. Once you can do twenty five clean reps, you need a thicker band or a dumbbell.

What the resistance band hammer curl actually trains
A resistance band hammer curl is a neutral grip elbow flexion exercise performed standing on the middle of an elastic band, curling a handle in each hand from straight arms up towards the shoulders with the palms facing each other.
The neutral grip is the defining feature. With the forearm halfway between palm up and palm down, the biceps brachii is at a mechanical disadvantage as a supinator and the brachialis, which lies underneath it, and the brachioradialis, which runs along the thumb side of the forearm, take on a larger share of the work.
That is worth knowing for what it is, and not more. The brachialis sits beneath the biceps, so developing it adds thickness to the upper arm viewed from the side, and the brachioradialis contributes to forearm size. Neither gives you a peak. Muscle shape and tendon insertion decide that, and training does not alter either.
The band is the second feature, and it is a mixed bag. Elastic resistance rises as the band stretches, so a band hammer curl is at its easiest with the arms straight and hardest near the shoulders.
That profile is backwards relative to what the evidence currently favours. Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes compared with short length work, and a band delivers its least tension exactly where the muscle is longest.
None of which makes this a bad exercise. It makes it a convenient one. If you have a band and no dumbbells, it is a genuine way to train elbow flexion hard, and hard work with imperfect loading beats perfect loading you do not have access to.
Setting up and executing
Stand on the middle of a resistance band with your feet about hip width apart. Take a handle, or a loop of the band itself, in each hand, and turn the palms to face each other.
Check the tension with your arms hanging straight. If the band is slack, widen your stance or gather a shorter section under your feet until you feel resistance in the bottom position.
Stand tall with the abs braced and the ribs down. Pin the elbows against your sides.
Curl both handles up towards the shoulders without rotating the wrists, stopping when the tension starts dragging your elbows forward.
Lower slowly over about three seconds, resisting the band the whole way, and straighten the arms fully before the next rep.
The mistakes that cost you the most
Not enough starting tension is the fault that defines band training. If the band hangs slack with your arms straight, the first third of every rep does nothing, and you have taken an exercise that already underloads the stretch and removed the stretch entirely.
Letting the band snap you back down throws away the best part of the exercise. A band pulls hardest at the top, so the first part of the descent is the most loaded moment you get. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and here the eccentric is the portion you control most.
Rotating into a supinated grip is easy to do without noticing, and it quietly converts this into an ordinary biceps curl. If the palms face you at the top, you have stopped doing a hammer curl.
Elbows travelling forward is the standard curl fault, made worse by rising band tension near the top. Keep the upper arms vertical and accept a shorter finish.
Treating the band as a progression tool is the strategic mistake. There is no small increment available. Once you can do twenty five clean reps, your options are a thicker band, a shorter band, or a dumbbell, and the dumbbell is usually right.
Sets, reps and rest by goal
Bands suit high repetitions, because that is what the loading allows.
For muscle gain, three sets of fifteen to twenty five with a minute rest. For strength, three sets of twelve to twenty with ninety seconds, although a band is a poor strength tool by nature. In a fat loss phase, three sets of twenty to thirty with forty five seconds.
Take these sets close to failure. Schoenfeld and Grgic's review of range of motion supports completing the full movement, and with a light stimulus the only real lever you have is effort. Refalo and colleagues found stopping a rep or two short of failure produces hypertrophy comparable to going to failure, but that finding assumes a meaningful load in the first place. With a band, err towards the harder end.
Progress by shortening the band under your feet, which increases tension throughout, or by slowing the lowering phase to four or five seconds.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. If band curls are your only direct arm work, more sets is the straightforward way to get more out of them.
Add a pause of a second at the top, where the band is tightest, if you want a harder set without more equipment.
Where it fits in your split
At the end of a session, or wherever you happen to be.
On push, pull and legs it goes at the close of pull day. On an upper and lower split it fits last in either upper session. On a bro split it works as extra volume on arm day after the loaded work. On a bodyweight programme it is one of the few direct biceps options you have, alongside chin-ups.
The context where this genuinely earns its place is travel and home training. A band weighs nothing and gives you a way to train elbow flexion in a hotel room, which beats doing no arm work for two weeks.
In a fully equipped gym the case is much weaker. A dumbbell hammer curl loads the same muscles with a better resistance profile and a proper progression scheme.
Once or twice a week is enough. The elbow flexors also work in every row and chin-up you do, and that volume counts.
Variations worth knowing
The dumbbell hammer curl is the loaded version of the same movement, with resistance peaking mid range and a sensible progression in small increments.
A rope cable hammer curl gives you a neutral grip with near constant tension, which is the best loading profile of the three.
The band biceps curl is the same setup with the palms turned up, shifting emphasis back towards the biceps brachii.
A single arm band hammer curl lets you stand on a shorter section of band, which is the easiest way to make a band feel heavier.
The cross body hammer curl brings the hand towards the opposite shoulder, which some find more comfortable at the elbow.
And the reverse curl turns the palms downwards, loading the brachioradialis and the wrist extensors harder than a neutral grip does.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found grip position shifts the balance between them, which is the basis for using a neutral grip when you want more brachioradialis involvement.
Vigotsky and colleagues cautioned that surface electromyography amplitude does not translate directly into muscle growth, which is worth applying to any claim that a hammer grip recruits the brachialis by some dramatic margin.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which is the clearest criticism of elastic resistance for this movement, since a band is slackest where the muscle is longest.
Schoenfeld and Grgic reviewed range of motion and muscle development and found fuller ranges generally favour growth, supporting a complete extension at the bottom despite the light tension there.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the most reliable way to get results from a light implement.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, though with a band you should sit closer to the failure end than you would with dumbbells.
And Roig and colleagues found eccentric training produced greater strength gains than concentric training, which supports resisting the band on the way down rather than letting it return you.
Common questions
Is a band curl as good as a dumbbell curl?
Not quite, for two reasons. The tension is lowest where the muscle is longest, which is the opposite of what you want, and there is no fine progression. It is still real training, and for home or travel it is a good answer. In a gym, use dumbbells.
How do I make the band harder?
Stand on a shorter section, widen your stance, or use a thicker band. You can also slow the lowering phase and pause at the top, both of which increase the demand without changing equipment.
Does the neutral grip really hit the brachialis?
It shifts the balance towards the brachialis and brachioradialis, yes. What it does not do is give you a taller biceps peak. Peak is a matter of muscle shape and insertion, which training does not change.
How is this different from a band biceps curl?
Only the grip. Palms facing each other emphasises the brachialis and brachioradialis; palms up emphasises the biceps brachii. They are near duplicates, so alternate them or pick one rather than doing both in the same session.
Can I build arms with bands alone?
For a while, yes, particularly if you are new to training. The ceiling is low because you cannot progress the load in small steps, so at some point you will need heavier bands, dumbbells or chin-ups to keep making progress.
