How to perform it
Seated or kneeling at a high pulley with a single handle, pull from a full overhead reach down to your shoulder, one arm at a time.
- Attach a single handle to a high pulley.
- Sit or kneel facing the machine and take the handle in one hand.
- Secure your legs or brace the free hand on the frame.
- Let the arm extend fully overhead and the shoulder blade rise.
- Set a small lean away from the working side.
- Brace the abs so the torso does not twist.
- Pull the shoulder blade down to start the rep.
- Drive the elbow down towards your ribs.
- Pause for a beat with the elbow beside your torso.
- Return over three seconds to a full overhead stretch.

Common mistakes
Not letting the shoulder rise
Holding the shoulder blade down at the top removes the stretch that makes single arm pulling worthwhile.
Pulling with the hand
Curling the handle down makes it a biceps exercise. Think about moving the elbow.
Twisting the torso
Rotating to help the pull hides the range you were trying to gain. Brace the abs and keep the chest square.
Going too heavy
One arm cannot hold the position under a load meant for two. Lighter is correct here.
Matching the sets to your strong side
If you are doing this to fix an imbalance, the weaker side sets the numbers.

What the one-arm lat pulldown actually trains
A one-arm lat pulldown is a vertical pulling movement performed on a high cable with a single handle, pulling from a full overhead reach down to the shoulder one side at a time.
The latissimus dorsi and teres major do most of the work, with the lower trapezius, rhomboids, biceps and forearms assisting, and the obliques resisting the pull to one side.
The single handle buys you two things that a bar cannot.
The first is range. With a bar, both hands are fixed to the same object, which limits how far each shoulder can travel at the top. With one handle, the working shoulder can rise fully into elevation, so the latissimus dorsi reaches a genuinely long position before the pull starts. Lehman and colleagues found the lat is the dominant mover throughout pulldown variations, and a longer starting position gives that mover more to do.
The second is honesty. On a bar, a stronger side quietly takes more of the load and you never find out. Alone on a handle, each side is exposed. Speirs and colleagues compared unilateral and bilateral training and found comparable strength gains, so choosing to train one side at a time costs you nothing in outcome while telling you considerably more about where you stand.
What it does not buy you is a different muscle. This is a lat pulldown. It is not a separate exercise from the bar version, it does not build a different part of your back, and the folk taxonomy of width and thickness that gets attached to pulldown variations is not a training variable. Doma and colleagues found chin-ups and lat pulldowns produce broadly similar activation patterns, which is a good indication of how little these variations diverge.
The cost is time. Two sides, one at a time. That is the trade.
Setting up and executing
Attach a single handle to a high pulley. A D handle is fine; a rotating handle is slightly better.
Sit or kneel facing the machine and take the handle in one hand. Secure your legs under the pad if seated, or brace the free hand against the frame if kneeling.
Let the arm extend fully overhead and allow the shoulder blade to rise with it. This top position is the entire reason you are doing the exercise this way.
Set a small lean away from the working side and brace the abs so your torso does not twist.
Pull the shoulder blade down first, then drive the elbow down towards your ribs. Pause for a beat with the elbow beside your torso.
Return over about three seconds into a full overhead stretch, and repeat before swapping sides.
The mistakes that cost you the most
Not letting the shoulder rise at the top is the fault that wastes the exercise. People are taught to keep the shoulder blade depressed, which is reasonable advice on a heavy bar pulldown, and then apply it here where full elevation at the top is the whole point. Let the shoulder go up, then pull it down. That is the rep.
Pulling with the hand turns it into a one arm cable curl. Think about moving your elbow towards your hip and let the hand come along.
Twisting the torso is how the body finds extra range without earning it. If your chest rotates towards the cable on every rep, brace harder or reduce the load.
Going too heavy is more obvious here than on most exercises, because a single arm cannot anchor you against a load meant for two. If you are being dragged out of your seat, that is your answer.
And matching the sets to your strong side defeats the purpose. If you chose a unilateral exercise to address a difference between sides, the weaker side has to set the numbers. Liao and colleagues found unilateral and bilateral training produce comparable outcomes, which means the reason to accept the extra time is the imbalance work, and that only happens if you programme it deliberately.
Sets, reps and rest by goal
Moderate to high reps, because the load ceiling is set by how well you can stay anchored.
For muscle gain, three sets of ten to fifteen per side with a minute rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Do the weaker side first, then match the stronger side to whatever it managed. Repeat for a couple of months and the difference closes; do it the other way round and it never will.
Control the return to about three seconds and use the full overhead position every rep. Pallares and colleagues found full range training beat partial work for both strength and hypertrophy, and here the range you are protecting is at the top.
Rest can be short, since one arm at a time is not systemically demanding and the other side rests while this one works. Alternating sides with minimal pause is an efficient way to run it.
Schoenfeld and colleagues found weekly hard sets drive hypertrophy, and single arm sets count individually rather than as half a set. Refalo and colleagues found stopping a rep or two short produces comparable growth, so stop when your torso starts twisting.
Where it fits in your split
As the vertical pull, or directly after it.
On push, pull and legs it belongs on pull day. On a bro split it goes second or third on back day. On an upper and lower split it can serve as the vertical pull outright. On a full body programme it is a good choice whenever a cable station is free.
There are two sensible ways to use it. As your main vertical pull, if you have the time and want the range, in which case treat it as a primary movement and load it properly. Or as a second vertical pull after pull-ups or a bar pulldown, when the goal is extra volume in a longer range with a lighter load.
The frequency can be high. It is easy on the elbows, easy on the lower back, and does not fatigue you systemically, so three sessions a week is manageable if your programme has that many pulling days.
Variations worth knowing
The two arm lat pulldown is the standard version, faster and heavier, and the right default when time matters more than range.
The kneeling single arm pulldown lets you get further under the pulley and reach higher at the top, which extends the range further still.
The half kneeling version, with one knee down, adds an anti-rotation demand through the trunk and is a good option if you want the core work.
The neutral grip pulldown, palms facing in, is comfortable and strong throughout, and is the two arm variation most people should be doing.
The straight arm pulldown removes the elbow from the movement entirely and trains the lat through shoulder extension alone.
And the pull-up is the bodyweight equivalent, with a moving body and your own mass as the load, which no cable can quite replicate.
What the evidence says
Lehman and colleagues measured latissimus dorsi activation across common weight training exercises and found the lat is the primary mover throughout pulldown patterns, with grip and hand position producing modest shifts rather than fundamentally different exercises.
Doma and colleagues compared chin-ups with lat pulldowns and found broadly similar activation patterns and kinematics, which supports treating vertical pulling variations as close relatives rather than distinct tools.
Speirs and colleagues compared unilateral and bilateral training for strength outcomes and found comparable improvements, which is the basis for using single arm pulling as a primary movement rather than an accessory.
Liao and colleagues reviewed unilateral against bilateral resistance training across strength and performance measures and found similar conclusions, supporting the choice when addressing side to side differences.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, which is the argument for allowing full shoulder elevation at the top of every rep.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with torso twist as the practical signal to stop.
Common questions
Is this better than a normal lat pulldown?
It offers more range per side and stops a strong side from hiding a weak one. It also takes twice as long. If you have the time, it is a slightly better exercise; if you do not, the bar version gets almost all the same work done faster.
Should I let my shoulder come all the way up?
Yes. Full elevation at the top is the reason to use a single handle, and holding the shoulder blade pinned down throughout removes it. Let the shoulder rise, then pull it down deliberately to start the rep.
Seated or kneeling?
Kneeling lets you get closer to the pulley and reach further overhead, which extends the range. Seated is more stable and lets you use more weight. Either works, so pick the one where you are not being lifted out of position.
Will this fix a lat imbalance?
Only if you programme it to. Train the weaker side first, match the stronger side to its performance, and hold that for a couple of months. Doing single arm work without matching the sets simply measures the imbalance rather than closing it.
How is this different from a straight arm pulldown?
The straight arm version keeps the elbow locked and trains the lat through shoulder extension only, with no biceps involvement and much lighter loads. This one bends the elbow and is a full compound pull. They are complements, not substitutes.
