How to perform it

Standing under the shoulder pads of a vertical squat machine, squat straight down until the thighs pass parallel and drive back up.

  1. Adjust the shoulder pads so you can stand tall underneath them.
  2. Step onto the platform with the feet shoulder width.
  3. Turn the toes out slightly and set the feet flat.
  4. Press the back into the pad and brace the abs.
  5. Release the safety handles.
  6. Descend by bending the knees and hips together.
  7. Keep the torso vertical against the pad as you go down.
  8. Lower until the thighs pass parallel with the platform.
  9. Drive up through the whole foot without letting the heels lift.
  10. Stop just short of a hard knee lockout and repeat.

Key cues

  • Stand tall under the pads before releasing the handles

Common mistakes

Pushing the hips back

The carriage only goes up and down. Trying to sit back pulls you off the pad and jams the movement.

Feet too close together

A narrow stance on a vertical path crowds the ankles and lifts the heels. Go shoulder width or wider.

Bouncing out of the bottom

Using a rebound removes the hardest and most useful part of the rep.

Stopping high

Half reps under a big load are the default failure mode on every squat machine.

Locking out hard

Slamming the knees straight at the top gives the legs a rest and stresses the joint for nothing.

What the vertical squat actually trains

A machine vertical squat is a supported squat where the loaded carriage runs on a strictly vertical path, so you stand under shoulder pads and the weight travels straight up and down with your body.

The quadriceps do most of the work, with the gluteus maximus and adductor magnus contributing out of the bottom and the abs bracing to keep the trunk stacked. The calves work isometrically to keep the feet flat.

The defining feature is the direction of the load, and it is more consequential than it sounds.

Most squat machines angle the load. A 45 degree leg press pushes you along an incline, a hack squat sled runs at an angle, a pendulum swings through an arc. In all of those, a proportion of the load is carried by the machine's own frame, which is why the numbers on a leg press look so flattering.

A vertical squat machine loads straight down through your body, the same direction gravity already works in. That makes it the machine that feels most like an actual squat, and also the machine where the weight on the pins is closest to an honest reflection of what your legs are moving.

The trade off is that a strictly vertical path is not quite how humans squat. In a free squat, the hips travel backwards as you descend, which is how you stay balanced. Here you cannot go backwards, so the knees have to travel forward instead and the torso stays vertical against the pad. Schoenfeld's review of squat kinematics describes exactly this trade between hip travel and knee travel, and the vertical machine sits firmly at the knee dominant end.

That is fine, provided you accept it. It means a quad heavy squat with a very upright torso, minimal spinal shear and no balance demand at all.

Setting up and executing

Adjust the shoulder pads so you can stand tall underneath them with the knees soft rather than locked.

Step onto the platform with the feet shoulder width or a little wider, toes turned out slightly, and set them flat.

Press your back into the pad and brace the abs. Release the safety handles.

Descend by bending the knees and hips together, keeping the torso vertical against the pad, until the thighs pass parallel.

Drive up through the whole foot without letting the heels lift, and stop just short of a hard knee lockout.

Do not rebound at the bottom. Reverse smoothly under control and go again.

The mistakes that cost you the most

Pushing the hips back is the instinct you bring from free squatting and it does not work here. The carriage travels vertically and your body has to go with it. Sitting back pulls your spine off the pad and makes the rep feel jammed. Think about dropping straight down between your feet.

Feet too close together crowds the ankles on a vertical path and lifts the heels at the bottom. Shoulder width or slightly wider, with the toes out, gives the hips room.

Bouncing out of the bottom removes the hardest part of the rep. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial training, and a bounce is a partial rep wearing a full one's clothing.

Stopping high is the machine squat epidemic. Because the pads make heavy loads feel manageable at the top, people load up and travel a third of the way. Kubo and colleagues found deeper training built more muscle. Depth first, load second.

And locking out hard at the top hands the load to your skeleton for a moment and takes tension off the muscle, which is the opposite of what you want in a hypertrophy set.

Sets, reps and rest by goal

Programme it like a main leg movement, in moderate to high reps.

For muscle gain, four sets of ten to fifteen with two minutes rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of fifteen to twenty with ninety seconds.

The supported position holds up well at high reps, so sets of fifteen at full depth are a productive and unpleasant option that a barbell squat rarely permits with clean technique.

Safety handles make failure practical, so save it for the last set of the exercise. Refalo and colleagues found stopping a rep or two short produces comparable growth to going to failure, which means every set does not need to end with the handles rotated in.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the value of this machine is that its sets cost your lower back very little, so you can add leg volume without paying for it elsewhere.

Rest two minutes. The systemic cost of a hard set here is real even though the skill cost is nil.

Progress by adding weight in small jumps and keeping the stance identical between sessions.

Where it fits in your split

Early in a leg session, as a main or second squat pattern.

On push, pull and legs it goes on legs day. On a bro split it comes first or second. On an upper and lower split it can serve as the machine squat. On a full body programme it is fast, since setup is a pad height and a pin.

The clearest case for choosing it is when you want a quad dominant squat with almost no spinal loading and no balance requirement: training alone, training around a cranky lower back, or pushing a squat pattern to failure without consequences.

The case against it is that it is the least specific of the squat family. It does not teach you to squat, it does not load the trunk, and it constrains you to one path.

Its closest siblings in the library are the pendulum squat and the hack squat, and the differences between the three are real but small. Pick whichever your gym has, and rotate if it has more than one.

Twice a week is comfortable.

Variations worth knowing

The pendulum squat swings through an arc, letting the hips travel back as you descend, which feels closer to a free squat and usually allows more depth.

The machine hack squat reclines you on a straight angled sled, which opens the hip angle and pushes the emphasis further towards the quads.

The Smith machine squat gives you a vertical bar path but lets you choose your own foot placement, which is more freedom and more responsibility.

A narrow stance vertical squat increases knee travel and tends to load the outer quad more.

A single leg version, one foot centred on the platform, is a good way to train one leg deeply without balance limiting you.

And the barbell back squat is the free weight version that all of these are approximating.

What the evidence says

Kubo and colleagues compared squat training at different depths and found greater lower limb muscle volume from the deeper training, which is the reason to use the machine's support to go deep rather than to go heavy and short.

Escamilla and colleagues compared technique variations during the squat and leg press and found foot placement and knee position systematically change knee loading, which is why stance width is the main variable worth adjusting on this machine.

Hartmann and colleagues analysed knee and spinal loading across squat depths and loads and found deep squatting is not the joint hazard it is often assumed to be, while shallow squatting invites the heavier loads that raise spinal compression.

Schoenfeld reviewed squat kinematics and kinetics and described the trade between hip travel and knee travel, which explains precisely why a vertical path produces a knee dominant, quad heavy squat.

Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a full descent rather than the loaded half reps this machine invites.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

How is this different from a hack squat or a pendulum squat?

Less than the marketing suggests. All three are supported machine squats that bias the quads. The vertical squat loads straight down with an upright torso, the hack squat reclines you on an angled sled, and the pendulum swings through an arc so your hips travel back as you descend. If your gym has one of them, use it and do not feel you are missing much.

Why does the weight feel so much heavier than the leg press?

Because it is. A 45 degree leg press sled carries much of its own load along the rails and you press only a component of it. Here the load bears straight down through your shoulders and legs. Do not compare the numbers.

Should my knees travel forward?

Yes. With a vertical path and no hip travel available, forward knee travel is the only way down. Knees passing the toes is normal in deep knee flexion and is not a fault, whatever you have been told. Keep the heels down and the feet flat and let the knees go where they need to.

Can I use this instead of barbell squats?

For leg size, yes, with effort equated. For trunk strength, balance and squat skill, no. Machines are not inferior for hypertrophy; they are inferior for the things they take away, which may or may not be things you care about.

Why do my heels lift at the bottom?

Usually a stance that is too narrow or set too far back on the platform, sometimes limited ankle mobility. Widen the stance, turn the toes out a little more, and if it persists, place a small wedge under the heels.
