How to perform it
Standing on the platform of a pendulum squat machine with the pads on your shoulders, squat down as the carriage swings back in its arc, then drive up.
- Adjust the shoulder pads so you stand tall underneath them.
- Step onto the platform with the feet roughly shoulder width.
- Place the feet mid platform with the toes turned out slightly.
- Set the back flat against the pad and brace the abs.
- Release the safety handles.
- Descend by bending the knees and letting the carriage swing back.
- Keep the whole back in contact with the pad throughout.
- Lower until the thighs are at least parallel with the platform.
- Drive through the whole foot to push the carriage forward again.
- Stop just short of a hard knee lockout and repeat.

Common mistakes
Feet too far forward on the platform
That turns it into a leg press with a shoulder pad and takes the quads out of the deep position.
Fighting the arc
The carriage wants to swing. Resisting it with your hips pulls your back off the pad.
Stopping at parallel
The machine supports you well below parallel, which is the range most people never train.
Loading it like a leg press
The pendulum loads far more of the weight onto you than a 45 degree sled does. Start lighter than you expect.
Heels lifting at the bottom
Rising onto the toes means the feet are set too far back on the platform.

What the pendulum squat actually trains
A pendulum squat is a machine squat where you stand on a platform under shoulder pads attached to a carriage that swings in an arc, so the load travels along a curved path rather than a straight line.
The quadriceps do the majority of the work, with the vastus lateralis and vastus medialis heavily loaded through deep knee flexion, and the gluteus maximus and adductor magnus contributing strongly out of the bottom. The abs brace, and the calves work isometrically to keep the feet planted.
The arc is what makes this different from every other machine squat, and it is worth being precise about why.
On a hack squat sled the carriage runs in a straight line at a fixed angle, so your torso stays at that angle and your hips travel in a straight line too. On a pendulum, the carriage pivots around a fixed point above and behind you, so the arc carries your hips backwards as you descend while your shoulders stay roughly where they were. Your torso angle relative to the floor barely changes.
The practical effect is a hip path that moves back as you go down, which is what a free squat gives you, without the balance requirement and without the torso folding forward. You end up in a deep, upright, heavily loaded position that most people cannot reach with a bar on their back.
Depth is the real selling point. Because the pads support your upper body and the arc keeps you balanced, you can go well below parallel with load. Kubo and colleagues found deeper squat training produced greater lower limb muscle volume, and Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes. The pendulum is one of the easiest machines in the gym on which to actually apply both findings.
Setting up and executing
Adjust the shoulder pads so you can stand tall underneath them with the knees soft.
Step onto the platform with the feet roughly shoulder width, placed around the middle of the platform, toes turned out a little.
Set the back flat against the pad and brace the abs. Release the safety handles.
Descend by bending the knees and letting the carriage swing back on its arc. Do not try to steer it. The machine has one path and your job is to follow it.
Keep the whole back in contact with the pad and go down until the thighs are at least parallel with the platform, deeper if your hips allow.
Drive through the whole foot to push the carriage forward again, stopping just short of a hard lockout.
The mistakes that cost you the most
Feet too far forward on the platform is the most common setup error. It reduces knee travel and turns the movement into something closer to a leg press with a shoulder pad, which loses the deep quad position that made you choose the machine. Mid platform is the default, and adjust from there.
Fighting the arc is the fault that separates people who like this machine from people who do not. The carriage swings. If you try to hold your hips still and grind straight down, your back peels off the pad and the movement feels wrong for the whole set. Relax into the path.
Stopping at parallel wastes the machine's single greatest advantage. You are supported, balanced and safe. This is where you train the bottom of the range that a barbell squat rarely lets you load properly.
Loading it like a leg press catches almost everyone once. The pendulum transmits a much higher proportion of the load through your body than a 45 degree sled does, so a weight you would use for twenty reps on the leg press will bury you here. Start light.

Sets, reps and rest by goal
Treat it as a primary quad movement, whether or not it is the first exercise of the day.
For muscle gain, four sets of eight to fifteen with two minutes rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of fifteen to twenty with ninety seconds.
Higher reps suit this machine unusually well, because the supported position lets you keep good technique deep into a set where a barbell squat would have collapsed. Sets of fifteen to twenty at full depth are brutal and productive.
The safety handles make failure practical. Rotate them in and the carriage stops. Refalo and colleagues found stopping a rep or two short produces comparable growth, so use that freedom on the last set rather than all of them.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the pendulum accumulates leg volume with little lower back cost, which matters if you are also deadlifting heavy that week.
Where it fits in your split
Early in a leg session, as the main or second squat pattern.
On push, pull and legs it goes on legs day, first or second. On a bro split it opens or follows the squat on leg day. On an upper and lower split it works as the primary machine squat. On a full body programme it is an excellent option when a rack is unavailable.
The most useful way to think about it is as a low back friendly squat. If your programme already includes deadlifts, rows and squats, adding more axial load is often what tips recovery over. The pendulum trains the legs hard while asking comparatively little of the erectors, which makes it a good pairing with heavy hinging.
Against the barbell squat it loses on trunk work, balance and transfer, and wins on depth, support and the ability to train close to failure.
Twice a week is comfortable.
Variations worth knowing
The machine hack squat runs in a straight line at a fixed angle with the back reclined against a pad, which is the closest relative and a more reclined, more purely quad focused position.
The belt squat hangs the load from the hips instead, removing the shoulders and spine from the equation entirely, which is the option when your back needs a break.
A narrow stance pendulum squat brings the feet together and biases the outer quad.
A wide stance version with the toes turned out brings the adductors in more strongly and often allows a deeper position.
A single leg pendulum squat, with one foot centred on the platform, is a genuinely good way to train one leg deeply without balance being the limiting factor.
And the barbell back squat remains the free weight standard, with the balance and trunk demands the machine takes away.
What the evidence says
Kubo and colleagues compared squat training at different depths and found greater lower limb muscle volume from the deeper training, which is the primary reason to use a machine that makes depth easy.
Bloomquist and colleagues found deep heavy squatting produced greater muscle and tendon adaptations than shallow squatting, supporting the same conclusion under load.
Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes even when the range was partial, which is a useful licence to spend your effort in the bottom half of this movement.
Escamilla reviewed knee biomechanics during the dynamic squat and described how knee joint forces vary with depth and technique, which supports treating deep supported squatting as trainable rather than hazardous.
Escamilla and colleagues also compared technique variations across the squat and leg press and found foot placement systematically alters the loading, which is why the position of your feet on the platform is the main dial you have here.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the machine's safety handles making the occasional failure set practical.
Common questions
How is a pendulum squat different from a hack squat?
The path. A hack squat carriage runs in a straight line at a fixed angle, so your torso stays reclined throughout. A pendulum swings in an arc, so your hips move back while your torso angle stays close to constant. The pendulum feels more like a squat and usually allows more depth; the hack squat is more reclined and slightly more quad isolating. Neither is dramatically better.
Why can I use so much less weight than on the leg press?
Because of how the load is transmitted. A 45 degree leg press sled carries a large share of the weight along its own rails and you press only a component of it. On a pendulum, far more of the load bears down through your shoulders and legs directly. The numbers are not comparable and there is no point trying to make them so.
How deep should I go?
As deep as your hips allow without the pelvis tucking under at the bottom. Below parallel is the target, and the whole reason to use this machine is that it makes that depth safe and repeatable. If you are stopping at parallel out of caution, the evidence does not support the caution.
Is it hard on the knees?
It should not be. Deep knee flexion under load is well tolerated by healthy knees, and reviews of squat knee biomechanics do not support avoiding depth. If it does hurt, check your feet: too far back on the platform crowds the ankles, too far forward shortens the range awkwardly.
Can it replace the barbell squat?
For leg size, largely. For trunk strength, balance and the skill of squatting a free weight, no. The stronger argument for it is not replacement but rotation, since it lets you keep training the legs hard during weeks when your lower back has had enough.
