How to perform it

Seated with the upper arms flat on a preacher pad, curl the handles from a straight arm to full flexion and lower under control.

  1. Adjust the seat so your armpits sit at the top of the pad.
  2. Sit down with your chest against the support.
  3. Place both upper arms flat on the pad.
  4. Take the handles with a supinated grip.
  5. Straighten the arms fully to find the bottom position.
  6. Brace the abs and keep the shoulders down.
  7. Curl the handles up by bending the elbows.
  8. Squeeze at the top for a beat.
  9. Lower over three seconds until the arms are straight.
  10. Pause briefly at the bottom before the next rep.

Common mistakes

Seat too low

If your armpits sit below the top of the pad your shoulders round forward and the arms slide. Raise the seat.

Lifting the elbows off the pad

Peeling the upper arm off the pad at the top removes the point of the machine.

Not straightening the arms

The bottom of the range is the hardest and most useful part here. Extend fully every rep.

Dropping the weight

Letting the stack fall wastes the eccentric, which is free work on a supported machine.

Going too heavy at the bottom

A load you can only start from a bent arm means every rep begins after the hard part.

What the machine preacher curl actually trains

A machine preacher curl is an elbow flexion exercise performed with the upper arms resting on an angled pad, curling handles that travel on a fixed arc.

The biceps brachii does most of the work, with the brachialis contributing throughout and the brachioradialis assisting from the forearm.

Two things define the preacher position. The first is that the upper arm is fixed against a pad, so the shoulder cannot contribute and the torso cannot swing. The second is that the upper arm sits in front of the body, with the shoulder slightly flexed, which is the opposite of an incline curl.

That second point is where most of the mythology lives. You will read that preacher curls target the short head and incline curls target the long head. The honest version is simpler: the arm position changes the length the biceps works at and where in the range the resistance peaks. Preacher curls make the bottom, stretched portion hardest and the top easy. Incline curls put the whole muscle at a longer length. Spider curls shift the peak later. That is the entire difference, and it does not require a story about heads.

Marcolin and colleagues compared curl variants and found activity patterns shift with arm position, which supports the idea that these are different loading profiles. It does not support the idea that you can select a region of the muscle.

The machine's contribution over an EZ bar is more useful than it sounds. A fixed arc with a weight stack means tension does not disappear at the top, changing load takes one pin, and a failed rep costs nothing. That combination makes this the easiest curl in the gym to take genuinely close to failure, which for a small muscle that responds to effort is a real advantage.

Setting up and executing

Adjust the seat so your armpits sit at the top of the pad when you sit down. If they are below it, your shoulders will round forward and your arms will slide down as the set gets hard.

Sit with the chest against the support and place both upper arms flat on the pad.

Take the handles with a supinated grip and straighten the arms fully to find the bottom position. That bottom is the hardest part of the exercise and you should be able to hold it under control before you start.

Brace the abs and keep the shoulders pulled down rather than shrugged towards your ears.

Curl the handles up by bending the elbows, squeeze for a beat at the top, then lower over about three seconds until the arms are straight again.

Pause briefly at the bottom rather than bouncing out of it.

The mistakes that cost you the most

Seat too low is the fault that spoils most preacher sets. If the pad is not high enough under the armpits, the shoulders round forward, the upper arms creep down the pad as you fatigue, and the elbows end up unsupported. Set the seat before you set the weight.

Lifting the elbows off the pad at the top is the second version of the same problem. The moment the upper arm peels away, the shoulder starts helping and the machine has lost its purpose.

Not straightening the arms is common because that is where the exercise is hardest. It is also where the useful work is. Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, and on a preacher curl the range you cut is the loaded, lengthened part.

Dropping the weight throws away the descent. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and a supported machine is the ideal place to take advantage of that.

Going too heavy at the bottom shows up as reps that begin from a partly bent arm. If you cannot start the rep from a straight arm without a jerk, the load is wrong regardless of what happens afterwards.

Sets, reps and rest by goal

Moderate to high reps, because the bottom position punishes heavy loads.

For muscle gain, three sets of eight to twelve with ninety seconds rest. For strength, three sets of eight to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

Take the last set to genuine failure. On a machine that costs nothing: the handles simply stop moving. This is one of the few curls where you can do that without the set turning into a whole body movement first.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so the number that matters is your weekly biceps total, not which curl you chose. Six to twelve hard sets a week, spread across two sessions, suits most people.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so use the machine's safety for the last set rather than living there.

Where it fits in your split

At the end of a pull or arm session, after the compound back work.

On push, pull and legs it goes late on pull day. On a bro split it is the strict curl on arm day. On an upper and lower split it fits late in either upper session. On a full body programme it slots in easily, since setup is one seat adjustment and one pin.

A sensible arm session pairs one curl that loads the stretch, such as an incline or Bayesian curl, with one that is strict and easy to push hard, which is exactly this. That covers the range without pretending you are targeting separate parts of a muscle.

Twice a week is plenty for direct biceps work, and remember that every row and pulldown you do is already loading the same muscle.

Variations worth knowing

The EZ bar preacher curl is the original free weight version, which is a fine substitute though tension falls away near the top.

The single arm preacher curl, performed with a dumbbell over the pad, exposes side to side differences that a two handed machine hides.

The spider curl places the chest on a steep bench with the arms hanging vertically, moving the hardest part of the rep later in the range.

The incline dumbbell curl is the opposite arm position, behind the body rather than in front, and is the natural partner to this rather than a competitor.

The cable preacher curl combines the pad with a cable, keeping tension more even across the whole range.

And the standing dumbbell curl remains the version that allows the heaviest loading, which is why it belongs in the programme too.

What the evidence says

Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis during three curl variants and found that arm position changes the pattern of activity, supporting the view that preacher, incline and standing curls differ in loading profile rather than in which muscle they train.

Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which is why the fully extended bottom position on a preacher curl deserves to be respected rather than cut.

Pallarés and colleagues found full range training produced superior strength and hypertrophy outcomes compared with partial range training, reinforcing the same point about the bottom of the rep.

Vigotsky and colleagues cautioned against interpreting muscle activity amplitude as a direct measure of hypertrophy, which is a reasonable brake on strong claims about which curl targets what.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting a deliberate three second descent on a machine where the descent is easy to control.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and Refalo and colleagues found training close to failure is enough, which together define how much of this to do.

Common questions

How high should the seat be?

High enough that your armpits reach the top of the pad. If you sit too low, your shoulders round forward, your arms slide down the pad as you tire, and the elbows lose their support. It is the only setup decision the machine asks of you.

Is a preacher curl better for the short head?

Not in any way you can rely on. The arm position changes the length at which the muscle works and where the resistance peaks, which is real. Selectively growing one head of the biceps by choosing a curl is not. Judge preacher curls on the strict, stretch loaded profile they give you.

Why does the top feel so easy?

Because the resistance profile peaks near the bottom, where the forearm is horizontal and the leverage is worst. That is characteristic of the preacher position. Squeeze at the top if you like, but the useful part of the rep is already behind you.

Machine or EZ bar preacher curl?

The machine, if you want to train hard without a spotter or a struggle to unrack. The EZ bar, if the machine's fixed arc does not suit your elbows or you want the bar path to be yours. The difference in results is negligible.

Is this too similar to a spider curl?

They are close relatives. Both fix the upper arm and eliminate swing; the spider curl hangs the arms vertically so the peak resistance arrives later in the range. Pick one, do it properly, and spend the saved time on something else.
