How to perform it

With a loaded belt around your hips and your feet on the platform, squat down until the thighs pass parallel and drive back up.

  1. Fit the belt low around the hips and clip it to the loading arm.
  2. Step onto the platform with the feet shoulder width.
  3. Turn the toes out slightly and set the feet flat.
  4. Take the handles lightly if the machine has them.
  5. Stand tall and let the load hang from the hips.
  6. Brace the abs without arching the lower back.
  7. Descend by bending the knees and hips together.
  8. Keep the torso close to upright throughout.
  9. Lower until the thighs pass parallel with the platform.
  10. Drive through the whole foot to stand back up.

Common mistakes

Belt sitting too high

A belt around the waist digs in and pulls at the lower back. It belongs low on the hips.

Pulling on the handles

Hauling yourself up with the arms quietly removes the load you came for. Hold lightly.

Leaning forward

The point of the belt squat is an upright torso. Folding forward reintroduces the back demand you removed.

Cutting depth

The spine is unloaded, so there is no excuse for short range here.

Treating it as a back exercise substitute

It spares the spine; it does not train it. You still need to load the posterior chain elsewhere.

What the belt squat actually trains

A belt squat is a squat where the load hangs from a belt fitted around your hips rather than sitting on your back, so the weight pulls straight down at the pelvis and the spine carries none of it.

The quadriceps and gluteus maximus do the work, with the adductor magnus contributing strongly from the bottom, particularly with a wider stance. The abs brace lightly and the calves work to hold the feet.

The single genuine selling point is the load path, and it is a real one rather than a marketing claim.

In a barbell back squat, every kilo on the bar is transmitted through your spine on its way to your legs. Cholewicki and colleagues measured lumbar spine loads during extremely heavy lifting and found compressive forces that are substantial by any standard. That loading is not inherently harmful, and for most people it is part of the training effect, but it is a cost, and it accumulates across a week that also contains deadlifts and rows.

A belt squat removes that cost entirely. The load enters at the hips and travels down the legs. Your erectors do almost nothing and your shoulders do nothing at all.

That is the whole exercise, and it is enough. You can train the legs hard on a day when your lower back is fried, in a block where deadlifts are heavy, or simply add weekly leg volume without adding weekly spinal load.

What it is not is a superior squat. Everything the spinal loading gave you, trunk strength and bracing practice, you have now given up. McGill's work on core training makes the case that trunk stiffness under load is trainable and worth training. The belt squat does not train it. That is a trade, not an upgrade.

Setting up and executing

Fit the belt low around the hips, sitting on the pelvis rather than around your waist, and clip it to the loading arm.

Step onto the platform with the feet shoulder width or slightly wider, toes turned out a little, feet flat.

Take the handles lightly if the machine has them. They are for balance, not for pulling.

Stand tall and let the load hang from the hips, then brace the abs without arching the lower back.

Descend by bending the knees and hips together, keeping the torso close to upright, until the thighs pass parallel.

Drive through the whole foot to stand back up, and repeat without letting the weight rest at the bottom.

The mistakes that cost you the most

Belt sitting too high is the fault that ruins the experience, and it is purely a fitting problem. A belt around the waist digs in, restricts breathing and pulls at the lower back, which reintroduces exactly what you were avoiding. It belongs low on the pelvis.

Pulling on the handles is the quiet cheat. If the arms are hauling, the legs are moving less than the display suggests. Fingertips only.

Leaning forward defeats the purpose. The upright torso is the belt squat's defining position, and folding forward puts the hips behind you and brings the erectors back into the picture.

Cutting depth is common because the loading feels easy at the top. Kubo and colleagues found deeper squat training produced greater lower limb muscle volume, and here there is genuinely no reason not to use the range, since nothing is compressing your spine at the bottom.

And treating it as a substitute for back training is a programming error rather than a technique one. It spares the spine. It does not strengthen it. If a belt squat has replaced all of your loaded spinal work, something else in the programme needs to pick that up.

Sets, reps and rest by goal

Because it is easy to recover from, this movement takes volume well.

For muscle gain, four sets of ten to fifteen with two minutes rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of fifteen to twenty five with ninety seconds.

High rep work suits it particularly well. A set of twenty on a belt squat is brutal with none of the technical breakdown that twenty barbell squats produce, because there is no bar on your back to fold you forward when you tire.

Failure is safe and easy to reach, since a failed rep means you sit down. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, so use that freedom on the last set only.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. The belt squat adds to your weekly leg volume without adding to your spinal load, which is often the real constraint on how much leg work you can do.

Where it fits in your split

Anywhere in a leg session, and unusually flexible about it.

On push, pull and legs it goes on legs day. On a bro split it sits second or third. On an upper and lower split it is particularly useful in the same week as heavy deadlifting. On a full body programme it is the leg movement to choose when the session already contains spinal loading.

Two uses stand out. The first is as a supplement alongside a barbell squat: squat heavy early, then add belt squat volume afterwards, and the extra sets cost your lower back nothing.

The second is as the main squat during periods when spinal loading is unwelcome. A heavy deadlift block, an irritable back. The belt squat keeps leg training intact rather than forcing you to drop it.

What it should not be is your only squat pattern indefinitely. The trunk demand of loaded squatting is worth having.

Twice a week is easily recovered from.

Variations worth knowing

The belt squat machine walk, where you load the belt and walk against the resistance, adds a conditioning and hip flexor element that the static version does not.

A deficit belt squat, standing on raised platforms so the weight can travel further, extends the range at the bottom and is one of the few ways to get a longer squat range without more spinal load.

The single leg belt squat puts one foot on the platform and doubles the load on that leg, which is a strong option for training one side deeply.

A wide stance belt squat with the toes out brings the adductors more into play and often feels more natural under a hip pull.

The pendulum squat is the supported alternative that still loads the shoulders, which is the comparison worth making when deciding what your back can tolerate.

And the barbell back squat is the version with the spinal loading included, which is a feature as often as it is a cost.

What the evidence says

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and documented the compressive and shear demands involved, which is the quantitative basis for the claim that removing the bar from your back removes a meaningful load.

McGill described how core training translates into performance and injury prevention through trunk stiffness under load, which is the counterpoint: the spinal demand of a loaded squat is trainable, and a belt squat opts out of training it.

Kubo and colleagues found deeper squat training produced greater lower limb muscle volume than shallower training, supporting full depth here where there is no spinal reason to restrict it.

Schoenfeld reviewed squat kinematics and kinetics and described how torso angle governs the balance between hip and knee demand, which explains why the upright belt squat position keeps the quads heavily involved.

Escamilla and colleagues compared technique variations across the squat and leg press and found foot placement systematically alters the loading, which is why stance width is worth experimenting with.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the belt squat's low recovery cost makes the extra volume affordable.

Common questions

Is the belt squat as good as a barbell squat?

For the legs, close to it, provided the effort matches. For the trunk, no, and that is the deliberate trade. The belt squat exists to load the legs without loading the spine, which makes it excellent as a supplement and as a substitute during periods when your back needs sparing, and unremarkable as a permanent replacement for someone with a healthy back.

Can I use it if my lower back hurts?

It is one of the better options, because the load never passes through the spine. That said, an irritable back is a reason to speak to someone qualified rather than to self prescribe an exercise. What the belt squat gives you is a way to keep training the legs in the meantime.

Where should the belt sit?

Low, across the pelvis and the top of the hips, not around your waist. A high belt digs in, restricts breathing and tugs at the lower back, which is precisely what you came here to avoid. If it keeps riding up, tighten it lower and check the strap length.

How does it compare to the leg press?

Both spare the spine, but the positions differ. A leg press has you seated with the hips fixed against a sled. The belt squat has you standing and freely balanced, which keeps the pattern closer to an actual squat and involves the glutes and adductors more. If you want spinal sparing plus the squat pattern, the belt squat; if you want maximum load with minimum coordination, the leg press.

Should I hold the handles?

Lightly, for balance. Pulling on them takes load off the legs without changing the number on the machine, which corrupts your progression. If you need the handles to complete a rep, the weight is too heavy.
