How to perform it

Braced against the machine with one foot on the pad or in a strap, drive that leg back into full hip extension without arching your lower back.

  1. Set the machine so the pad or strap sits behind the working foot.
  2. Brace your chest and hips against the support.
  3. Place the working foot on the pad or into the strap.
  4. Adjust the load to something you can move without swinging.
  5. Square the hips and brace the abdominal wall.
  6. Drive the leg back and up into hip extension.
  7. Squeeze the glute hard at the end position.
  8. Stop before the lower back arches to gain more range.
  9. Return slowly over three seconds into a hip flexed stretch.
  10. Keep tension at the bottom and start the next rep.

Common mistakes

Arching the lower back for range

Once the pelvis tilts, extra travel comes from your spine rather than your hip. Stop where the pelvis stays still.

Swinging the leg

Momentum makes the load look bigger and the glute work smaller. Slow the whole rep down.

Skipping the stretch

Cutting the return short leaves the only lengthened part of an already short range untrained.

Loading it like a compound

This is single leg isolation. Weight that forces you to heave defeats the reason you chose it.

Using it as your only glute work

Kickbacks load the shortened position. They belong alongside squats, hinges and lunges, not instead of them.

What the machine glute kickback actually trains

A machine glute kickback is a single leg hip extension exercise in which you brace your torso against a support and drive one leg backwards against a pad or strap.

Gluteus maximus is the target and it genuinely is the target, which is worth saying because a lot of glute exercises are really quadriceps or hamstring exercises with good marketing. Hip extension against resistance with the torso fixed is about as direct as glute isolation gets. The hamstrings assist, particularly if the knee stays straight, and the erector spinae and abdominal wall work to stop the pelvis tipping.

The limitation is where in the range the load sits. A kickback is hardest at the top, when your hip is extended and the glute is at its shortest, and easiest at the bottom, when the hip is flexed and the muscle is long. That is the opposite of the profile most of the hypertrophy literature favours.

Pedrosa and colleagues found training at long muscle lengths produced more favourable adaptations than training at short lengths, and a kickback offers almost nothing at long lengths. Kubo and colleagues found deeper squats produced greater increases in gluteus maximus volume than shallower ones, which tells you where the growth stimulus for this muscle really lives.

So the honest position is not that kickbacks are useless. They are a clean, low fatigue way to add glute specific volume, they let you work one side at a time, and they are easy to take close to failure. They are simply the wrong exercise to build a programme around.

Use them after the squatting and hinging, not instead of it.

Setting up and executing

Set the machine so the pad or strap sits behind the working foot at a comfortable starting height, and brace your chest and hips against the support.

Place the working foot on the pad or into the strap. Choose a load you can move without heaving, which is usually less than you expect.

Square the hips and brace the abdominal wall. This is the setup detail that decides whether the exercise works.

Drive the leg back and up into hip extension, and squeeze the glute at the end position. Stop before your lower back starts arching to find more range.

Return slowly over three seconds into a hip flexed position, keep the tension at the bottom, and start the next rep.

The mistakes that cost you the most

Arching the lower back to gain range is the fault that defines this exercise. True hip extension range is small, perhaps twenty degrees past neutral for most people, and everything beyond that comes from the pelvis tilting and the lumbar spine extending. It looks like a bigger rep and it is not. Fix the pelvis and accept the shorter travel.

Swinging the leg is closely related. Momentum lets you use a load the glute cannot actually handle, which makes the numbers better and the training worse.

Skipping the stretch removes the only lengthened portion of an already short range. Pallares and colleagues found full range training generally outperformed partial range work, and on a kickback the full range is barely generous to begin with.

Loading it like a compound turns a controlled isolation movement into a whole body lurch. If your torso is moving, the weight is wrong.

And using it as your only glute work is the strategic version of the same error. This exercise adds volume; it does not replace loaded hip extension through a stretch.

Sets, reps and rest by goal

Moderate to high reps, controlled tempo, short rest.

For muscle gain, three sets of ten to fifteen per side with a minute. For strength, three sets of eight to twelve with ninety seconds, though nobody chooses kickbacks for strength. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.

Because it is single leg work, remember you are doing double the sets in practice. Three sets per side is six sets of your time.

Take these close to failure. There is no risk in a kickback and no technical breakdown worse than a slightly arched back, so it is one of the few glute exercises where the last rep is genuinely available.

Refalo and colleagues found training to failure and stopping a rep or two short produce comparable hypertrophy, which means you do not have to grind every set. Use the freedom on the final set.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Kickbacks are a cheap way to add glute sets without adding much systemic fatigue, which is their strongest argument.

Twice a week suits most people.

Where it fits in your split

In the second half of a lower body session, after the heavy work.

On push, pull and legs it goes on legs day after the squatting and hinging. On a bro split it belongs in the back half of leg day. On an upper and lower split it fits either lower session as an accessory. On a full body programme it is optional and only earns a slot when glutes are a stated priority.

Never put it first. Fatiguing the glutes before squats or Romanian deadlifts reduces the load you can use on the exercises that provide most of the stimulus, in exchange for a burn that feels productive and is not.

The single leg format is worth a comment, because it gets oversold. It is not correcting an imbalance in any meaningful sense. Liao and colleagues found unilateral and bilateral training produce broadly comparable outcomes across strength and power measures, so the reason to work one side at a time here is practical: you can brace properly, load the working hip fully and feel what it is doing.

Pair it with something that loads the stretch. A kickback plus a deep split squat covers both ends of the glute's range, which neither does alone.

Variations worth knowing

The cable glute kickback uses an ankle strap on a low pulley and gives a smoother resistance curve than most machines, at the cost of a fiddlier setup.

A bent knee kickback keeps the knee flexed throughout, which puts the hamstrings in a shortened position and hands more of the work to the glute.

The hip thrust trains the same shortened position bilaterally and with far heavier loads, which makes it the more efficient choice if you only have time for one.

The Bulgarian split squat is the counterpart rather than the substitute, loading the glute in a deeply stretched position under real weight.

The Romanian deadlift does the same through a hinge, with the heaviest loading available for hip extension.

And a banded standing kickback is the home version, fine for high rep work when no machine exists.

What the evidence says

Kubo and colleagues compared squat training at different depths and found greater increases in gluteus maximus volume from the deeper squats, which is the clearest reminder that compound lower body work already trains the glutes well.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length work, which is the main mechanical criticism of the kickback and the reason to pair it with something that stretches the hip.

Pallares and colleagues found full range training generally outperformed partial range training for strength and hypertrophy, supporting a controlled return into a genuinely flexed hip rather than a shortened pumping motion.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as a direct proxy for growth, which is worth remembering given how often kickbacks are promoted on the strength of activation numbers alone.

Liao and colleagues found unilateral and bilateral resistance training produce broadly similar outcomes for strength, jump and speed, so choose single leg work for its practical advantages rather than for an assumed corrective effect.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the kickback is a low fatigue way to add glute sets.

Refalo and colleagues found comparable hypertrophy from failure training and stopping short, which allows a sensible effort distribution across the sets.

Common questions

Do kickbacks actually build glutes?

They add glute specific volume, which counts. What they do not do is load the muscle in a stretched position, which the evidence suggests is where much of the growth stimulus comes from. Treat them as a supplement to squats, hinges and split squats rather than a replacement.

Straight leg or bent knee?

Bent knee if the glute is the point. Keeping the knee flexed shortens the hamstrings and reduces their contribution to hip extension, leaving more of the work to gluteus maximus. Straight leg versions turn into a mixed glute and hamstring exercise.

Why does my lower back take over?

Because you are asking for more range than your hip has. True hip extension is a small movement, and once the pelvis tips forward the rest comes from your spine. Brace the abdominal wall, keep the pelvis pinned to the pad and use a shorter, honest rep.

Machine or cable?

Whichever you have. The machine is faster to set up and more stable; the cable gives a smoother resistance curve and slightly more freedom in the path. The difference between them is much smaller than the difference between doing them well and swinging.

How is this different from a hip thrust?

Both load hip extension and both are hardest at the top. The hip thrust is bilateral, takes far more weight and builds more; the kickback is single leg, lighter and easier to feel. If you can only do one, do the hip thrust and use kickbacks as the extra.
