Leg Raise Dragon Flag

A rigid body raise and lower from the shoulders while gripping a bench. Spectacular, demanding, and largely a skill.

How to perform it

Lying on a bench and gripping behind your head, raise the whole body into a rigid line supported on the shoulders, then lower slowly without bending.

  1. Lie face up on a flat bench with the head at one end.
  2. Reach back and grip the bench edge behind your head.
  3. Pull down hard on the bench to anchor the upper back.
  4. Brace the abs and squeeze the glutes tight.
  5. Kick the legs up so the body rises off the bench.
  6. Support the whole body on the upper back and shoulders.
  7. Straighten into a rigid line from shoulders to feet.
  8. Lower slowly over three to five seconds.
  9. Keep the hips locked so the body stays straight.
  10. Stop just above the bench and raise back up.

  • Grip hard behind your head and pull the bench towards you

Common mistakes

Folding at the hips

Letting the hips bend converts it into a leg raise. The whole point is that the body stays rigid.

Starting with the full lever

Almost nobody can hold a straight body dragon flag first. Start tucked and lengthen over months.

Dropping instead of lowering

Falling under gravity removes the training effect and loads the lumbar spine at the end.

Loading the neck

Support belongs on the upper back and shoulders. If your neck is taking weight, shift your position down.

Treating it as a size builder

It is a skill and strength display. Volume for abdominal growth comes from easier movements you can actually load.

What the dragon flag actually trains

A dragon flag is a bodyweight anti extension movement in which you grip a bench behind your head, raise the whole body into a rigid line supported only on the upper back and shoulders, and lower it slowly without letting anything bend.

The rectus abdominis and the obliques work to stop the body extending, the hip flexors hold the legs in line with the torso, the glutes prevent the hips folding, and the latissimus dorsi and the erector spinae work isometrically to keep you anchored and straight.

It is filed under back, which is generous. It is an abdominal exercise with a large isometric demand on the lats and the spinal erectors, and the reason it is difficult has almost nothing to do with muscle size.

Here is the honest version. The dragon flag is a leverage problem. Your body is a lever pivoting at the shoulders, and difficulty scales with how far your mass sits from that pivot. A tucked dragon flag is easy for anyone with reasonable trunk strength. A full straight body dragon flag is very hard for the same person, and the difference between them is entirely geometry. What improves is your ability to hold the rigid shape and your tolerance for the position, not the cross sectional area of your abdominals.

Which means the time cost is high relative to the size return. Escamilla and colleagues compared abdominal exercises and found substantial rectus abdominis and oblique involvement across a range of far simpler movements, most of which you can load progressively and take close to failure without a month of practice.

So do it because it is a skill worth having and a genuine test of whole body rigidity. Do not do it expecting it to be the reason your midsection develops. Those are separate projects, and confusing them wastes both.

Setting up and executing

Lie face up on a flat bench with your head near one end. Reach back and grip the edge of the bench behind your head.

Pull down hard on the bench. That grip anchors the upper back and is what lets the rest of the body lift.

Brace the abs and squeeze the glutes tight, then kick the legs up so the body rises and only the upper back and shoulders remain in contact.

Straighten into a rigid line from shoulders to feet, or into whatever tucked version you are currently working.

Lower slowly over three to five seconds, keeping the hips locked. Stop just above the bench and raise back up.

The mistakes that cost you the most

Folding at the hips is the fault that turns a dragon flag into an awkward leg raise. The moment the hips break, the lever shortens and the exercise becomes easy in the way that matters and pointless in the way that matters more. If you cannot hold the line, you are working a progression that is too hard.

Starting with the full lever is why most people conclude they cannot do this. Begin tucked, then extend one leg, then both, over months rather than sessions.

Dropping instead of lowering removes almost all of the training effect. The slow eccentric is the exercise. Schoenfeld and colleagues found eccentric actions produce hypertrophy comparable to or slightly greater than concentric ones, and here the lowering is where all your control lives.

Loading the neck happens when you sit too far up the bench. The support belongs across the upper back and shoulders. If your neck is taking weight, shift down.

And treating it as a size builder is the strategic mistake. Cholewicki and colleagues showed how quickly spinal loads climb when the torso works at long lever lengths, and a movement you can only manage for three shaky reps is a poor vehicle for accumulating abdominal volume.

Sets, reps and rest by goal

Low reps, long rest, high quality. Treat it like a skill session rather than a burn session.

For muscle gain, three sets of three to six with two minutes rest. For strength, four sets of two to five with three minutes. In a fat loss phase, three sets of three to eight with ninety seconds, though this is a poor conditioning movement.

Stop each set when the body stops holding a straight line, not when you fail. The rep after the shape breaks teaches you nothing and loads the lumbar spine in extension.

Negatives are the fastest path forward. Kick up into the top position and lower as slowly as you can, then reset without a concentric. Five slow negatives twice a week progresses most people faster than grinding full reps.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is precisely the argument for getting your abdominal volume from loadable movements and keeping this as skill practice.

McGill's work on core training supports the emphasis on stiffness and rigidity rather than repetition count.

Where it fits in your split

Early in a session, while you are fresh, and never as a finisher.

On push, pull and legs it fits on pull day, at the start. On a bro split it opens abs day, or sits at the beginning of any session. On an upper and lower split it belongs in either, treated as technical work. On a full body programme it is a short skill block before the lifting. On a bodyweight programme it is a natural fit on pull day.

The reason for putting it first is simple. It is a coordination and rigidity task, and both degrade quickly with fatigue. A dragon flag attempted at the end of a hard session is a dragon flag done with a bent hip and a rounded lower back.

Two sessions a week, kept short, is a sensible dose. Skills improve with frequent practice rather than long sessions, and there is little to recover from if you stop before the shape breaks.

Keep your actual abdominal training separate and boring: loaded crunches, cable work, hanging raises, ab wheel. That is where the volume goes.

Variations worth knowing

The tuck dragon flag pulls the knees to the chest, shortening the lever dramatically, and is where every honest progression starts.

The single leg version extends one leg while the other stays tucked, which is the intermediate step most people skip.

The negative dragon flag removes the concentric entirely, letting you train the hardest part of the movement well before you can perform full reps.

The hanging leg raise trains the same region with vastly easier loading and progression, and is a better choice for most people most of the time.

The ab wheel rollout produces a similar anti extension demand with far finer control over difficulty, since you decide how far to roll.

And the hollow body hold is the static version of the same rigid shape, scaled by where you hold the arms and legs.

What the evidence says

Escamilla and colleagues compared common and commercial abdominal exercises and found substantial rectus abdominis and oblique involvement across many simple movements, which is why a dragon flag is not required to train the midsection well.

A second study from Escamilla and colleagues on traditional and nontraditional abdominal exercises reached similar conclusions, reinforcing that exercise difficulty and abdominal involvement are not the same thing.

Marchetti and colleagues studied muscle activation during the isometric ab wheel rollout at different shoulder angles and found high abdominal demand in anti extension positions, which is the family this movement belongs to.

McGill's work on core training argues for training the trunk to resist motion and produce stiffness, which is exactly the quality a dragon flag demands.

Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found demands rise steeply with long lever positions, which is the reason to stop the set the moment the body stops holding a line.

Schoenfeld and colleagues found eccentric muscle actions produce hypertrophy comparable to concentric ones, supporting slow negatives as the main progression tool.

Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, which argues for building abdominal volume elsewhere.

Common questions

Why can I not do a full dragon flag?

Because the lever is long, not because your abdominals are small. A straight body position places your mass far from the shoulder pivot, and the strength required scales fast. Work the tuck, then a single leg, then both, over months.

Is it good for building abs?

It is a poor tool for volume and a good test of rigidity. You can do very few reps, you cannot load it progressively, and the shape breaks early. Build the midsection with loadable movements and keep this as skill practice.

How is it different from a hanging leg raise?

A hanging leg raise moves the legs relative to a fixed torso, and difficulty scales with knee position. A dragon flag keeps the whole body rigid and pivots at the shoulders, so it is an anti extension task rather than a hip flexion one. The hanging raise is the better trainer; this is the harder skill.

Should I feel it in my lower back?

Some erector involvement is normal because they hold you straight. Sharp lower back sensation usually means the hips have dropped and the spine has extended, which is the signal to end the set and regress the progression.

How often should I practise it?

Twice a week, briefly, at the start of a session. It is coordination as much as strength, and short frequent exposures work better than long ones. There is little to recover from if you stop before the position degrades.
