How to perform it

Lying on your back, lift the shoulders and legs slightly off the floor and hold a shallow curved shape with the lower back pressed down.

  1. Lie flat on your back with the arms by your sides.
  2. Press the lower back firmly into the floor.
  3. Pull the ribs down towards the hips.
  4. Lift the head and shoulder blades a few centimetres off the floor.
  5. Lift both legs, keeping them straight and together.
  6. Lower the legs until just before the lower back lifts.
  7. Extend the arms overhead if the position holds.
  8. Point the toes and reach long in both directions.
  9. Breathe shallowly and keep the shape completely still.
  10. Hold for time, then lower the legs and shoulders together.

Common mistakes

Lower back off the floor

An arched lumbar spine means the position has already failed. Raise the legs higher until the back is flat again.

Straining the neck

Craning the chin towards the chest loads the neck and tells you nothing about your abs. Keep the head in line with the arms.

Holding the breath

A hold that ends when you run out of air is a breathing test, not a trunk test. Breathe shallowly throughout.

Going straight to the full position

Arms overhead with legs low is the hardest version. Earn it by starting with the arms and knees tucked.

Chasing longer and longer holds

Beyond about a minute you are training endurance. Make the position harder instead.

Variations and swaps

Tuck hollow hold

Knees and arms tucked in, which shortens the levers and is the correct starting point.

Hollow rock

Rocking gently in the same shape, which tests whether the position is genuinely rigid.

Weighted hollow hold

Holding a light plate overhead, the simplest way to make the hold harder without lengthening it.

Dead bug

The same anti-extension demand performed one limb at a time, and far easier to learn.

Plank

The prone equivalent, resisting extension against gravity from the other side.

Ab wheel rollout

A moving anti-extension exercise that loads the same pattern through a range.

What the hollow hold actually trains

A hollow hold is a supine isometric exercise in which you lift your shoulders and legs off the floor and hold a shallow curved shape with the lower back pressed flat.

The rectus abdominis does most of the work, holding the ribcage down towards the pelvis. The external and internal oblique and transversus abdominis stiffen the abdominal wall so nothing collapses sideways. The hip flexors, psoas major, iliacus and rectus femoris, hold the legs off the floor, and that contribution grows the lower your legs travel.

What the hollow hold is really training is one thing: the ability to stop your pelvis tipping forward and your lumbar spine arching while your limbs pull on it. Gymnastics calls this the hollow position, and it underlies handstands, levers, rings work and most of the harder bodyweight skills, which is why it is drilled so relentlessly in that world.

That also explains its limits. It is an isometric hold at a single joint angle, with no external load and no range of motion. As a way to build abdominal muscle, that is a poor combination. Isometric training does produce adaptation, but it is concentrated around the position trained, and the load here is capped by the weight of your own limbs.

So be clear about why you are doing it. If you want a bigger, stronger abdominal wall, a weighted cable crunch or a loaded sit-up will get you there faster. If you want the position that makes handstands, front levers and ring work possible, this is the drill and there is no substitute.

The hold does scale well through leverage. Tucked, it is accessible to almost anyone; with the arms overhead and the legs low it is genuinely difficult for strong people. That range, available with no equipment, is its real virtue.

Setting up and executing

Lie flat on your back with the arms by your sides.

Press the lower back firmly into the floor and pull the ribs down towards the hips. Nothing lifts until that pressure is there.

Raise the head and shoulder blades a few centimetres off the floor, keeping the head in line with the arms rather than craned forward.

Lift both legs, straight and together, then lower them until just before the lower back starts to lift. That height is your current position, and it will drop as you get stronger.

If the shape holds, extend the arms overhead. Point the toes and reach long in both directions.

Breathe shallowly and keep the shape completely still. Hold for time, then lower the legs and shoulders together rather than dropping.

The mistakes that cost you the most

The lower back leaving the floor is the only mistake that really matters. When the lumbar spine arches, the position has already failed, and every extra second is training something other than what you intended. Raise the legs higher until the back is flat again, and accept the easier version.

Straining the neck is the second most common problem. The chin drags towards the chest and the hold ends because your neck is tired rather than your abs. Keep the head in line with the arms.

Holding your breath turns the exercise into a breathing test. Shallow, steady breathing is harder and more useful.

Going straight to the full position is the usual impatience. Arms overhead with the legs low is the hardest variant, and most people attempting it are performing an arched back hold with good intentions.

And chasing longer and longer holds is the strategic error. Past about a minute you are training endurance in a position you have already mastered. Make the position harder rather than the clock longer.

Sets, reps and rest by goal

Hold for time, in a position you can maintain perfectly.

For muscle gain, three sets of twenty to forty seconds with a minute rest. For strength, three sets of fifteen to thirty seconds in the hardest position you can hold, with ninety seconds. In a fat loss phase, three sets of thirty to forty five seconds with forty five seconds rest.

Progress by leverage, not by time. The ladder runs from a tuck hold, to one leg extended, to full extension with the arms by the sides, to the arms overhead, to the same with the legs low. Each step is a real jump.

Once the ladder is exhausted, a light plate held overhead adds load better than another thirty seconds does.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Isometric holds do count towards that, but they are a slow way to accumulate it, which is worth knowing when you decide how much of your trunk training to spend here.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, and on an isometric the sensible stopping point is obvious: end the set when the shape changes, not when you collapse.

Where it fits in your split

Anywhere, and the timing barely matters.

On push, pull and legs it fits at the end of any session, or as a short warm-up drill. On a bro split it belongs early on ab day, when you are fresh enough to hold a clean shape. On an upper and lower split the full body session works. On a full body programme it is quick and needs nothing. On a bodyweight programme it is a foundation for the harder skills.

There is a reasonable case for treating it as a warm-up rather than a training exercise. Twenty seconds before a squat session reminds your trunk what a braced position feels like, at almost no cost in fatigue.

The case against building your abdominal training around it is straightforward. It cannot be loaded meaningfully, it works one joint angle, and the exercises that grow the abdominal wall are the ones you can add weight to. Use it for what it is good at, which is the position, and let something else do the growing.

Two or three times a week is plenty, and daily is fine if you keep the holds short.

Variations worth knowing

The tuck hollow hold pulls the knees and arms in close, shortening both levers, and is where everyone should start.

The hollow rock keeps the same shape and rocks gently along the spine, which exposes any softness in the position immediately, since a rock only works if the shape is rigid.

The weighted hollow hold, with a light plate held overhead, adds external load in the one place it can be added usefully.

The dead bug trains the same anti-extension demand one limb at a time, is far easier to learn and is a better starting point for anyone whose back will not stay down.

The plank is the prone mirror image, resisting extension from the other side, and covers similar ground with less skill required.

And the ab wheel rollout takes the same anti-extension pattern and moves it through a range, which makes it the more productive exercise once the hollow position is solid.

What the evidence says

McGill's review of core training makes the case for trunk work that resists unwanted motion rather than producing it, which is what a hollow hold does.

Escamilla and colleagues compared traditional and non-traditional abdominal exercises and found the differences between them are real but smaller than the marketing around novel movements suggests.

A further study from Escamilla and colleagues on Swiss ball and traditional abdominal work found added instability does not reliably increase abdominal involvement.

Marchetti and colleagues examined activation during an isometric ab wheel rollout at different shoulder angles and found substantial abdominal involvement that varied with position, supporting progression by leverage rather than by time.

Vigotsky and colleagues cautioned that surface electromyography amplitudes do not translate directly into hypertrophy, so a high reading during a hold proves little.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why holds should be paired with loaded work.

Refalo and colleagues found training close to failure is not necessary for growth, so ending a hold when the shape breaks costs nothing.

Common questions

Why does my lower back lift off the floor?

Because your legs are too low for the strength you currently have. The abdominal wall cannot resist the pull of the hip flexors on the pelvis, so the lumbar spine arches. Raise the legs until the back is flat. That is not cheating, it is the correct position for you today.

How long should I hold it?

Long enough that the shape becomes hard to keep, which for most people is somewhere between twenty and forty seconds. If you can hold a position for more than a minute without it degrading, the position is too easy and the answer is a harder variant, not a longer clock.

Is a hollow hold better than a plank?

They train the same thing from opposite sides, and neither is clearly better. The plank is easier to learn and easier to hold badly. The hollow hold gives you more scope to increase difficulty through leverage. If you do gymnastic work, the hollow position is the one that transfers.

Will hollow holds give me visible abs?

No. They will build some abdominal strength and a great deal of positional control, but visible abdominal muscles are a body fat outcome. No hold burns fat from the area it works, because spot reduction does not happen.

Should I do these instead of crunches?

Not instead, and probably not either as your only choice. Hollow holds teach the position; loaded flexion work such as a weighted sit-up or cable crunch builds the muscle. If your goal is a bigger abdominal wall, the loaded work does more, and the hold is a useful complement.
