Dragon Flag Progression

How to perform it

Lying on a bench holding it behind your head, raise your body onto your shoulders and lower it as one rigid line under control.

  1. Lie on a flat bench with the head near one end.
  2. Reach back and grip the bench or the uprights behind your head.
  3. Pull down hard with the arms to anchor your upper back.
  4. Kick the legs up until you are resting on the upper back and shoulders.
  5. Squeeze the glutes and lock the hips and knees straight.
  6. Take a breath and brace the abdominal wall.
  7. Lower the whole body as one rigid line.
  8. Keep the hips from folding as the legs descend.
  9. Stop when the body is a few inches above the bench.
  10. Return by pulling the legs back up or resetting from the floor.

Common mistakes

Folding at the hips

Letting the hips bend turns it into a leg lowering drill. The body descends as a single unit or not at all.

Starting at full length

The straight leg version is far beyond most people. Tuck or straddle first.

Lowering too fast

Dropping through the range removes the eccentric, which is the entire exercise.

Arching the lower back at the bottom

If the lumbar spine extends to hold the position, the abs have already given up. Stop there.

Loose grip

Without a hard pull on the bench, the upper back slides and the position is lost.

What the dragon flag actually trains

A dragon flag is a movement in which you anchor your upper back and shoulders on a bench, hold the bench behind your head, and lower your entire body from vertical to nearly horizontal as one rigid line.

The rectus abdominis and the obliques do the visible work, resisting the extension moment that gravity applies as the body descends. The erector spinae and the hip flexors, mainly psoas major and iliacus, work hard to keep the hips from folding. The lats and the shoulder girdle anchor the top end, which is why your grip on the bench matters more than it looks.

It is an anti extension exercise. Nothing bends; you resist the body being pulled into an arch.

It is also gymnastic skill work more than abdominal training, and should be judged as such. The limiter is leverage, practice and connective tissue tolerance rather than abdominal size. Straightening the legs multiplies the difficulty without changing your bodyweight, which is why someone who can hold a tuck for twenty seconds may not manage a single straight body rep. Keeping a rigid line while descending is a motor pattern that takes weeks of practice on its own.

It is therefore a poor way to accumulate training volume. A hard set is three or four slow negatives, which across a week is very little work next to a loaded crunch or a hanging leg raise.

Train it because you want to be able to do it, which is a good reason. Do not expect it to be the fastest route to a bigger abdominal wall, or to affect your body fat, because no exercise removes fat from a specific area.

Setting up and executing

Lie on a flat bench with your head near one end. Reach back and grip the bench itself, or the uprights if you are in a rack.

Pull down hard with the arms. That pull anchors the upper back and stops you sliding, and most failed first attempts come from a lazy grip.

Kick the legs up until you are resting on the upper back and shoulders, with the body more or less vertical.

Squeeze the glutes and lock the hips and knees straight so the whole body is one piece. Take a breath and brace.

Lower the body as a single rigid line, resisting the urge to let the hips fold. Keep the descent slow.

Stop when the body is a few inches above the bench, or earlier if the lower back starts to arch, and return by pulling the legs back up or resetting from the floor.

The mistakes that cost you the most

Folding at the hips is the fault that defines a bad dragon flag. Once the hips bend, the legs descend on a short lever and the exercise becomes an awkward leg lowering drill. A rep with a hip fold is not a hard rep performed badly; it is an easier exercise.

Starting at full length is the reason most people never progress. The straight leg version is a long way beyond a typical trainee's starting point. Begin tucked, move to a single leg or straddle position, and extend from there.

Lowering too fast removes the entire content of the exercise. Roig and colleagues found eccentric training produced greater strength gains than concentric work, and here the eccentric is not a phase of the movement, it is the movement.

Arching the lower back at the bottom is the sign to stop. If the lumbar spine has to extend to keep you up, the abdominal wall has already lost, and continuing simply loads the spine to hold a position the trunk is no longer controlling.

And a loose grip lets the upper back slide along the bench, which loses the anchor and usually ends the set involuntarily.

Sets, reps and rest by goal

This is low rep, high effort, long rest work regardless of your goal.

For muscle gain, four sets of three to six slow negatives with two minutes rest. For strength, five sets of two to four with three minutes. In a fat loss phase, three sets of four to eight with ninety seconds, though the exercise contributes nothing directly to fat loss.

Progress by tempo first, then by leg position. Adding a second to the descent is a smaller and more useful step than jumping from tuck to straddle.

Do not train it to failure. A failed dragon flag means the hips fold or the back arches, and both teach you what you are trying to avoid.

Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric ones, which is the reason a negative only exercise is a legitimate way to train and not a compromise.

Schoenfeld and colleagues also found a dose response between weekly hard sets and muscle growth, which cuts the other way here: a handful of negatives per session is a small dose, so pair it with something you can actually accumulate volume on.

Refalo and colleagues found training short of failure gives comparable hypertrophy, which is convenient given that failure on this movement is both unproductive and slightly undignified.

Where it fits in your split

Early in a session, before the trunk is tired.

On push, pull and legs it fits on pull day near the start. On a bro split it opens the dedicated abdominal slot. On an upper and lower split it goes in the upper session before the accessory work. On a bodyweight programme it is the headline trunk skill of the pull day.

Doing it after deadlifts or heavy rows is a waste. The position collapses immediately and you practise the failure mode instead of the skill.

The clear headed comparison is with the ab wheel rollout. Both are anti extension exercises resisting the same force, and the rollout progresses smoothly from kneeling to standing while the dragon flag jumps in large, awkward steps. If your goal is a larger abdominal wall, the rollout is more practical.

Where the dragon flag wins is as a skill and a benchmark. Being able to do one is a reasonable marker of trunk strength relative to bodyweight. Two short sessions a week is enough.

Variations worth knowing

The tuck dragon flag brings the knees to the chest for the shortest lever, and is the honest starting point for almost everyone.

The straddle dragon flag keeps the legs straight but splits them wide, shortening the effective lever and bridging the gap to the full version.

The single leg dragon flag extends one leg and tucks the other, which is often an easier intermediate step than the straddle.

The full dragon flag is the complete straight body lower and is a long term project rather than a next session goal.

The hanging leg raise trains much the same muscles with far more usable volume, and is the better exercise for most people most of the time.

And the ab wheel rollout gives the same anti extension demand with the smoothest progression of the lot.

What the evidence says

McGill's work on core training makes the case for trunk exercises that resist motion rather than create it, which is exactly the demand a dragon flag imposes. The same work is honest that core training improves performance and prevents injury less reliably than the marketing suggests.

Escamilla and colleagues, in an electromyographic analysis of commercial and common abdominal exercises, found abdominal involvement tracks the mechanical demand rather than the novelty of a movement, which is why a long lever anti extension exercise is hard.

Cholewicki and colleagues measured lumbar spine loads during maximal lifting and found very high compressive forces. That context helps you decide when to stop: the risk is holding a position with an extending lumbar spine after the abdominal wall has given out.

Schoenfeld and colleagues found eccentric muscle actions produce hypertrophy at least equal to concentric ones, which justifies an exercise trained almost entirely as negatives.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting the slow descent as the main progression variable.

Schoenfeld and colleagues found a dose response between weekly resistance training volume and muscle growth, which is why a few negatives should sit alongside something more accumulable.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy, which argues for ending each set while the line is still straight.

Common questions

Do I need to start with the full version?

No, and you should not. Begin with a tuck, hold a rigid line, and extend one leg at a time as it becomes controllable. Attempting the straight body version early just teaches you to fold at the hips.

Why does my lower back hurt?

Almost always because the abdominal wall has stopped controlling the position and the lumbar spine is extending to hold you up. That is the signal to end the set. Tuck to shorten the lever and stop the descent higher.

Is it better than the ab wheel?

For most goals, no. The rollout produces the same anti extension demand with a smoother progression and more usable volume. The dragon flag is the better skill and benchmark, which is a different thing.

How is this different from the negative dragon flag entry?

It is the same exercise. The progression is trained almost entirely with negatives, because the lowering phase is where the strength is built and the raise is usually a reset. Treat the two names as one movement.

Will it give me visible abs?

It will build the muscle if you do enough of it, which is hard given how few reps a set contains. Visibility is decided by body fat, and no abdominal movement burns fat off your midsection.
