How to perform it

From a lunge position, jump up and switch legs in mid air, landing softly in a lunge on the opposite side.

  1. Stand in a split stance with one foot forward and one back.
  2. Lower into a lunge until the rear knee is near the floor.
  3. Drive both legs into the floor and jump straight up.
  4. Swap the legs in mid air.
  5. Swap the arms at the same time for balance.
  6. Land with the opposite foot forward.
  7. Absorb the landing by bending the knee and hip on contact.
  8. Sink straight into the next lunge without pausing.
  9. Keep the torso upright throughout.
  10. End the set as soon as the landings stop being quiet.

Common mistakes

Landing stiff and loud

A hard landing loads the joints instead of the muscles. Absorb it by bending on contact.

Power work degrades quickly with fatigue. Long sets turn this into sloppy cardio.

Using them as a leg builder

There is barely any load here. They will not add muscle in any meaningful way.

Letting the torso fold forward

A collapsing chest shifts the landing forces and makes the knee do more work.

Doing them on a hard surface with no shoes

Repeated landings need something to absorb them. Use a sprung floor or a mat.

What jumping lunges actually train

A jumping lunge is an explosive split squat in which you jump from the bottom position and switch your legs in mid air, landing in a lunge on the opposite side.

The quadriceps, gluteus maximus and adductor magnus produce the jump, the hamstrings assist at the hip, and the gastrocnemius and soleus contribute at the ankle. On landing, the same muscles work eccentrically to absorb the impact, and the abs and erector spinae work to keep the torso from folding.

Here is the part worth being direct about. Jumping lunges are power and conditioning work. They do not build muscle in any meaningful way, and no amount of enthusiasm changes that.

The reason is simple. Muscle growth responds to mechanical tension applied to a muscle under load across enough hard sets. A jumping lunge involves your bodyweight, a very short time under tension per rep, and a movement whose entire purpose is to minimise the time you spend in the difficult positions. The best case is that a long set produces some metabolic stress and some fatigue, which is not the same thing.

What they do train is rate of force development, the ability to produce force quickly, and elastic qualities in the tendons and muscles that let you use a stretch shortening cycle. Those are real and useful qualities, particularly for anyone playing sport.

So programme them for what they are. If you want bigger legs, load a split squat.

Setting up and executing

Stand in a split stance with one foot forward and one back, feet about hip width apart laterally so you have a stable base.

Lower into a lunge until the rear knee is near the floor.

Drive both legs into the floor and jump straight up, swapping the legs in mid air. Swap the arms at the same time, which helps the rotation and the balance more than people expect.

Land with the opposite foot forward, absorbing the contact by bending the knee and hip as you touch down. The landing should be quiet.

Sink straight into the next lunge without a long pause and repeat.

The mistakes that cost you the most

Landing stiff and loud is the fault that matters most. A rigid landing sends force into the joints and the connective tissue instead of the muscles, and it accumulates over hundreds of reps. The knee and hip should bend on contact, absorbing the landing across a range rather than stopping it dead.

Chasing reps to exhaustion misunderstands the exercise. Power output degrades quickly with fatigue, so a set of thirty is a set of eight jumping lunges followed by twenty two of something worse. If conditioning is genuinely the goal that can be acceptable, but do not confuse it with power training.

Using them as a leg builder is the strategic error. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, where hard sets means sets taken near failure with meaningful load. Jumping lunges provide neither.

Letting the torso fold forward shifts the landing forces and asks the knee to do more of the absorbing.

And doing them barefoot on concrete is a way to accumulate soreness in your shins and heels that has nothing to do with training your legs. Use a sprung floor, a mat or shoes with some cushioning.

Sets, reps and rest by goal

The programming depends entirely on which quality you actually want.

For power, treat them like sprints. Three to four sets of six to ten total reps, with two minutes of rest, done fresh at the start of a session. Every rep should look like the first one.

For muscle gain, the honest answer is that this is not the tool, but if you are including them as part of a leg session, three sets of eight to ten with two minutes rest is a reasonable dose alongside real loaded work.

For conditioning in a fat loss phase, three sets of twenty to thirty with a minute of rest. Here the fatigue is the point, and the loss of jump height is acceptable.

Do not add load. A weighted vest or dumbbells on a jumping lunge increases the landing forces substantially and adds very little to the training effect. If you want to load a lunge pattern, load a lunge.

Roig and colleagues found eccentric training produces greater strength gains than concentric work, and Schoenfeld and colleagues found comparable hypertrophy between the two. The landing here is a fast eccentric, which is useful for tendon and elastic qualities but is not the slow controlled eccentric that either body of research was describing.

Where it fits in your split

Either at the start of a lower body session as power work, or at the end as conditioning. Not in the middle.

On push, pull and legs it goes on legs day in one of those two places. On a bro split it is a finisher. On an upper and lower split it belongs early in the lower session if the goal is power. On a full body programme it works as a conditioning finisher. On a bodyweight programme it is a legs conditioning option rather than the main legs movement.

The placement decision is the whole thing. Power work belongs when you are fresh, because power is what disappears first with fatigue. Conditioning work belongs at the end, because it interferes with everything that comes after it.

Doing them once or twice a week is plenty. The landings accumulate stress on the ankles, knees and shins in a way that low load work does not, and there is no benefit to doing more.

Variations worth knowing

The split squat jump keeps the same leg forward for the whole set, which removes the mid air switch and lets you focus on jump height on one side.

Walking lunges are the non explosive relative, and the version that actually loads the legs when you hold dumbbells.

The box jump is a bilateral jump onto a raised surface, which trains the same concentric power with a much gentler landing, and is the better choice if landing stress is a concern.

The broad jump is a horizontal bilateral jump that emphasises hip extension and is a good test of lower body power.

Bounding, meaning exaggerated running strides, trains the same elastic qualities over distance and transfers well to running.

And the Bulgarian split squat is what you want if the real goal was bigger legs and jumping lunges were an attempt to get there without weights.

What the evidence says

Liao and colleagues pooled unilateral and bilateral training studies in a meta-analysis and found comparable strength and jump outcomes, with an advantage for unilateral work on change of direction speed, which is the performance quality jumping lunges plausibly serve.

Stastny and colleagues examined muscle activity in split squats and walking lunges and how it changes with load position, which describes the underlying pattern this exercise accelerates.

Schoenfeld and colleagues compared concentric and eccentric muscle actions and found broadly similar hypertrophy, while Roig and colleagues found eccentric training produced greater strength gains, both of which describe controlled loaded contractions rather than the fast landing absorption in a jumping lunge.

Vigotsky and colleagues cautioned against reading too much into surface electromyography amplitudes, which is worth remembering whenever a plyometric exercise is marketed on the basis of how much it lights up a muscle.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the clearest explanation of why unloaded jumping does not build muscle: there are no hard sets in the sense the research means.

Refalo and colleagues found training close to failure produces comparable growth to reaching it, and the corollary here is that pushing a power exercise to failure gains nothing at all.

Common questions

Will jumping lunges build my legs?

No, not meaningfully. There is no external load, the time under tension per rep is very short, and the movement is designed to minimise time in the hard positions. They build power, conditioning and landing skill. If you want leg size with no equipment, a slow tempo split squat or a Bulgarian split squat does far more.

How many should I do?

For power, six to ten total reps per set with full rest, done fresh. For conditioning, twenty to thirty with short rest at the end of a session. Anything in between tends to be too tiring to be good power work and too short to be good conditioning.

Why do my knees hurt afterwards?

Usually because the landings are too stiff. The knee and hip should bend on contact so the muscles absorb the force across a range rather than the joint stopping it abruptly. A softer surface and a quieter landing solves most of it. If it persists, use box jumps instead, which have a much gentler landing.

Should I add a weighted vest?

No. Added load increases the landing forces disproportionately and adds very little to the power training effect. If you want to load the lunge pattern, do a loaded walking lunge or split squat, which are better at that job in every respect.

Are these good for fat loss?

They raise your heart rate quickly and burn calories while you do them, which is the same as any hard conditioning. They are not special. Their advantage is that they need no equipment and no space, and their disadvantage is joint stress, so alternate them with lower impact conditioning rather than doing them every session.
