How to perform it
Dip into a quarter squat, swing the arms and jump onto a box, landing softly on both feet in a partial squat.
- Set a stable box about a foot's length in front of you.
- Stand with the feet hip to shoulder width.
- Dip into a quarter squat, swinging the arms back.
- Drive the arms forward and up as you extend the hips.
- Push hard through the whole foot and leave the ground.
- Tuck the knees up towards the chest in the air.
- Land with both feet flat on the box surface.
- Absorb the landing by bending the knees and hips.
- Stand fully upright on top of the box.
- Step down one foot at a time and reset before the next rep.

Common mistakes
Jumping down off the box
The drop back to the floor is the highest risk part of the exercise and gives you nothing. Step down instead.
Chasing box height
A taller box mostly means a bigger knee tuck, not a higher jump. It flatters you rather than training you.
Doing them for reps until tired
Fatigue destroys jump quality, so a long set is just clumsy jumping. Keep sets short.
Landing with the heels off the edge
Half a foot on the box is how ankles get hurt. Land flat with the whole foot on the surface.
Treating them as leg training
The muscular work is small and brief. They build power and conditioning, not size.

Squat jump
A vertical jump with no box, which removes the tucking and the landing height.
Broad jump
A horizontal jump for distance rather than height.

Single leg box jump
Jumping off one leg onto a low box, far harder to control.
Depth jump
Stepping off a box and rebounding immediately, a much more advanced stimulus.
Lateral box jump
Jumping sideways onto the box, training force production out to the side.
What the box jump actually trains
A box jump is a plyometric exercise where you jump from the floor onto a raised platform and land on top of it in a partial squat.
The quadriceps, gluteus maximus and hamstrings produce the force. The gastrocnemius and soleus contribute at the ankle, and the trunk braces to keep the torso rigid so that the force made at the hips actually reaches the floor.
What the exercise trains is rate of force development, which is how quickly you can produce force rather than how much force you can produce in total. That is a genuine and useful quality. It is not a muscle building quality.
This is worth saying plainly, because box jumps are frequently sold as leg training and they are not. A set lasts a few seconds, the muscle spends almost no time under tension, and the total mechanical work is tiny compared with a set of squats. Plyometrics are power and conditioning work. If you want bigger legs, squat, press and hinge, and use jumps for what they are good at.
The second honest point concerns the box itself. Box height is close to meaningless as a measure, because the height you land on is determined by two separate things: how high your hips travel, and how far you tuck your knees up underneath you. Someone with a moderate vertical jump and mobile hips can land on a very tall box. That is a measure of tucking, not of power.
If you want to know whether you are getting more powerful, mark a standing reach against a wall and jump at it. Treat the box as a landing surface rather than a test.
Setting up and executing
Set a stable box roughly a foot's length in front of you. Stable is the operative word; a box that slides is the main way this exercise goes wrong.
Pick a height you can clear with room to spare. If you are scraping your shins on the edge, the box is too tall.
Stand with the feet hip to shoulder width. Dip into a quarter squat and swing the arms back, then reverse both at once, driving the arms forward and up while the hips extend hard.
Push through the whole foot and leave the ground. Tuck the knees up so your feet clear the surface.
Land with both feet flat on the box, absorbing through the knees and hips so the landing is quiet. A loud landing means you took the impact through your joints instead of your muscles.
Stand fully upright, then step down one foot at a time. Reset before the next rep.
The mistakes that cost you the most
Jumping down off the box is the fault worth eliminating first. The drop gives you a hard eccentric landing at the end of every rep, on legs that are progressively more tired, and it contributes nothing. Schoenfeld's review of squatting kinetics is a useful reminder that the forces involved in absorbing bodyweight through a flexed knee are substantial even without adding a fall. Step down. It costs two seconds a rep.
Chasing box height is the vanity fault. As the box rises, most people are not jumping higher; they are tucking harder and landing in a deeper, more compressed squat.
Doing them for reps until tired ruins the point of the exercise. Power is a quality expressed when fresh. A set of fifteen jumps is thirteen tired, sloppy jumps attached to two good ones.
Landing with the heels hanging off the edge is how ankles get hurt. If you cannot land with the whole foot on the surface, the box is too small or too tall.
And treating them as leg training will leave you disappointed. Roig and colleagues found eccentric work drives strength and size gains, and a box jump deliberately removes the eccentric on the way up and lets you skip it on the way down.
Sets, reps and rest by goal
Low reps, long rest, always. This is the opposite of how most people programme it.
For muscle gain, three sets of three to five with two minutes rest, understood as power work sitting alongside your leg training rather than replacing any of it. For strength and power, four sets of three to five with three minutes. In a fat loss phase, three sets of five to eight with ninety seconds, accepting that the jumps will be lower.
The reason for the long rest is that every rep should be the best jump you have in you. Once jump height drops, you are no longer training the quality you came for; you are just doing tiring, low quality repetitions of a skill.
Frequency should be low. One or two short sessions a week is plenty, and jumps belong at the start of a session while the nervous system is fresh, never at the end as a finisher.
Schoenfeld and colleagues found a clear dose response between weekly hard sets and muscle growth, which is precisely the framework that box jumps sit outside. Your leg volume should come from squats, presses, hinges and curls.
Where it fits in your split
At the very start of a lower body session, before anything heavy.
On push, pull and legs it opens legs day. On a bro split it comes first on leg day. On an upper and lower split it precedes the squats and hinges in the lower session. On a full body programme it makes a short opener. On a bodyweight programme it is the power element alongside squats and lunges.
The argument for including it at all is not muscular. It is that most adult training is slow, heavy and controlled, and the ability to produce force quickly declines with disuse.
Speirs and colleagues found unilateral and bilateral squat training both improved sprint and agility measures in rugby players, and Liao and colleagues' meta-analysis reached similar conclusions across jump and speed outcomes, which suggests jumping ability responds to strength training generally rather than only to jump training. In other words, your squat is doing more for your vertical than your box jumps are.
That is not an argument for skipping them. It is an argument for keeping them brief and honest about their place.
Variations worth knowing
The squat jump removes the box entirely, which removes both the tucking and the landing height, and is the more honest measure of what your legs actually produce.
The broad jump sends you forwards rather than upwards, training horizontal force production, which transfers well to sprinting.
The seated box jump starts you sitting on a bench, eliminating the countermovement so the jump comes purely from a dead start.
A single leg box jump onto a low box is dramatically harder to control and worth a great deal more than adding height to the two legged version.
The depth jump, where you step off a box and rebound immediately on landing, is a genuinely advanced stimulus and belongs after months of ordinary jumping rather than in week one.
And the lateral box jump moves you sideways, which trains force production in a direction almost nothing else in the gym touches.
What the evidence says
Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found both improved strength, sprint and agility measures, which supports the view that jump and sprint qualities are built substantially by heavy strength work rather than by jumping alone.
Liao and colleagues' systematic review and meta-analysis of unilateral versus bilateral resistance training reached similar conclusions across jump height, linear speed and change of direction outcomes.
Schoenfeld's review of squatting kinematics and kinetics describes the joint forces involved in absorbing bodyweight through a flexed knee, which is the mechanical reason to step down from the box rather than jump down.
Hartmann and colleagues analysed knee and spinal loading across squat depths, a useful reference point for how much load a compressed landing position places on the joint.
Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work produced at least comparable and often greater hypertrophy, which explains why a movement designed to minimise eccentric loading is a poor muscle builder.
Roig and colleagues reached the same conclusion for strength and mass in their meta-analysis of eccentric versus concentric training.
Schoenfeld and colleagues' dose response work on weekly hard sets frames where box jumps sit, which is outside your hypertrophy volume rather than inside it.
Common questions
Do box jumps build muscle?
Not meaningfully. The set is short, the time under tension is minimal and the eccentric portion is deliberately avoided. They train the ability to produce force quickly, but your leg size will come from squats, presses, hinges and curls.
How tall should the box be?
Tall enough to be challenging, low enough to land flat footed with room to spare. Height is a poor measure of progress anyway, since a taller box mostly rewards tucking your knees higher rather than jumping higher.
Should I jump down or step down?
Step down, every time. The drop adds a hard landing at the end of each rep, on increasingly tired legs, and trains nothing you cannot train better elsewhere.
How is this different from a squat jump?
A squat jump is the same movement without the box, so it removes the knee tuck and the elevated landing. That makes it a more honest expression of jump height and a lower risk option, which is why it is the better default for most people.
How many should I do?
Far fewer than you think. Three to five reps per set, two to four sets, with a couple of minutes between them. Once jump quality falls off, the set has stopped doing its job.
