Incline Close-Grip Push-Up

A close hand push-up with the hands raised on a bench or bar. Easier than the floor version, and shared between the triceps and the chest.

How to perform it

With your hands close together on a raised surface and your body in a straight line, lower your chest to your hands and press back up.

  1. Find a bench, box or fixed bar at a height you can control.
  2. Place both hands on it close together, thumbs almost touching.
  3. Walk your feet back until your body is in a straight line.
  4. Squeeze the glutes and brace the abs.
  5. Set the shoulders down and away from the ears.
  6. Bend the elbows and lower your chest towards your hands.
  7. Keep the elbows travelling back rather than flaring outwards.
  8. Touch your chest lightly to your hands.
  9. Press back up until the elbows are straight.
  10. Lock out without letting the hips sag or pike.

Common mistakes

Elbows flaring wide

Letting the elbows shoot out sideways loads the shoulder and takes the triceps out of the movement.

Hips sagging or piking

A broken line means the abs have stopped working and the range is no longer honest.

Surface too high

If you can do thirty reps easily the leverage is too kind. Lower the surface.

Short reps

Stopping halfway down removes the part of the range where the triceps has the most to do.

Expecting it to be a triceps isolation exercise

The chest is doing a large share of the work here. Treat it as a press with a triceps bias.

What the incline close-grip push-up actually trains

An incline close-grip push-up is a pressing exercise performed with the hands placed close together on a raised surface, lowering the chest to the hands and pressing back up while the body stays in a straight line.

It is worth being plain about the muscles involved. The triceps brachii extends the elbow and does a large share of the work, particularly through the lockout. But the pectorals are also pressing hard, and the anterior deltoid is contributing throughout. This is a compound push with a triceps bias, not a triceps isolation exercise, and describing it otherwise sets up unrealistic expectations.

The close hand position is what creates the bias. Narrowing the grip reduces how much the chest can contribute at any given point in the range and increases the elbow extension demand. Lehman found that grip width and forearm rotation change upper body muscle activity during pressing, and Saeterbakken and colleagues found bench press variations shift both muscle activity and performance, which is the same principle in a loaded setting.

The incline is the other half of the story, and it is a regression. Raising your hands reduces the proportion of your bodyweight going through your arms. That is genuinely useful if a floor level diamond push-up is currently beyond you, and it is genuinely limiting once it is not.

That limitation deserves stating clearly. Bodyweight triceps work is capped by leverage rather than by what your triceps can handle. You outgrow it quickly, and the only progressions available are lowering the surface, slowing the reps or adding many more of them. None of those is as effective as simply adding weight to a bar.

Setting up and executing

Find a bench, box, windowsill or fixed bar at a height you can control for the target rep range.

Place both hands on it close together, with the thumbs almost touching, roughly under the middle of your chest.

Walk your feet back until your body forms a straight line from head to heels. Squeeze the glutes and brace the abs so it stays that way.

Set the shoulders down and away from the ears rather than shrugged.

Bend the elbows and lower your chest towards your hands, keeping the elbows travelling backwards rather than flaring outwards. Touch your chest lightly to your hands.

Press back up until the elbows are straight, without letting the hips sag towards the floor or pike towards the ceiling.

The mistakes that cost you the most

Elbows flaring wide is the fault that changes which exercise you are doing. With the hands close and the elbows out, the shoulder takes the strain and the triceps contribution drops. The elbows should track back along your sides.

Hips sagging or piking is the second most common problem and the harder one to notice from the inside. A sagging line loads the lower back and shortens the range; a piking one turns the movement into a partial. Filming a set from the side settles the question in ten seconds.

A surface set too high is a programming error dressed as technique. If you can comfortably manage thirty reps, the leverage is doing the work. Lower the surface until the target rep range is genuinely hard.

Short reps remove the deepest part of the range, which is where the most useful work happens. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work.

And expecting a triceps isolation exercise leads to disappointment. Your chest is heavily involved and always will be.

Sets, reps and rest by goal

Because load is fixed, everything is managed through surface height and rep count.

For muscle gain, three sets of twelve to twenty with a minute. For strength, three sets of eight to fifteen with ninety seconds, using a lower surface to make that range hard. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

The correct progression is downwards. When your top set passes roughly twenty clean reps, lower the surface rather than adding more repetitions. Going into the thirties and forties turns the exercise into a conditioning drill.

Adding a two second pause at the bottom is a useful intermediate step when the next surface height is too big a jump.

Take the sets close to failure. There is nothing to fail into, and Refalo and colleagues found sets stopped a rep or two short grow muscle comparably to sets taken all the way, so leave a rep in reserve early in the session and finish the last set properly.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this movement contributes to chest and triceps volume simultaneously, which is worth counting honestly rather than twice.

Where it fits in your split

After the main pressing, or as a warm-up before it.

On push, pull and legs it goes on push day, after the bench and the overhead press. On a bro split it sits late on chest or arm day. On an upper and lower split it is accessory work in either upper session. On a full body programme it is useful when nothing else is available. On a bodyweight programme it is the sensible progression towards floor level close-grip work.

Its clearest role is as a stepping stone. If a diamond push-up on the floor is currently beyond you, this gives you a way to train the same pattern at a manageable difficulty and to lower the surface over time until the floor is reachable.

Its second role is as a warm-up. Two sets before pressing prepares the elbows and shoulders without costing anything.

What it is not is a serious long term triceps builder. Maeo and colleagues found elbow extension trained with the arm overhead produced substantially greater triceps hypertrophy than the same work in a neutral arm position, and nothing about a push-up puts your arm overhead. If triceps size is the aim, this belongs alongside an overhead extension rather than instead of one.

Variations worth knowing

The diamond push-up puts the same hand position on the floor and is considerably harder, which is the natural next step.

The decline close-grip push-up raises the feet instead, adding load and bringing in more shoulder.

The close-grip bench press is the loaded version, and it is the one that progresses indefinitely rather than running out of leverage.

The bench dip is another bodyweight triceps option, though it is limited by shoulder comfort rather than by triceps capacity.

The cable overhead extension is the direct triceps work this movement cannot provide, training the muscle in its lengthened position.

And adding a two second pause at the bottom removes any rebound and makes a given surface height meaningfully harder.

What the evidence says

Kholinne and colleagues studied the three heads of the triceps and found each contributes differently to elbow extension depending on the demand, which is the anatomical background for how a narrow hand position shifts work towards the elbow extensors.

Lehman found that grip width and forearm pronation or supination change upper body muscle activity during pressing, supporting the narrow hand placement as the variable that creates the triceps bias.

Saeterbakken and colleagues found bench press variations alter both muscle activity and performance, which is the loaded equivalent of the same finding and a reminder that grip is a genuine variable rather than a marketing one.

Maeo and colleagues found substantially greater triceps hypertrophy after elbow extension training performed with the arm overhead than with the arm in a neutral position, which is why a push-up variation cannot be your only triceps work.

Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting lowering the chest all the way to the hands.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found sets stopped short of failure grow muscle comparably to sets taken to it.

Common questions

Is this a triceps exercise or a chest exercise?

Both, and the chest is doing more than the name suggests. The narrow hands increase the elbow extension demand, but the pectorals and front deltoids are pressing hard throughout. Treat it as a push with a triceps bias.

How high should the surface be?

High enough that your target rep range is genuinely challenging and low enough that it is not easy. If twenty clean reps feel comfortable, drop to a lower bench or box.

How is this different from a diamond push-up?

Only in leverage. The hand position and the movement are the same; raising your hands simply reduces how much of your bodyweight goes through your arms. It is the easier version of one exercise, not a separate one.

Will this build my triceps long term?

Not on its own. Bodyweight triceps work runs out of resistance quickly, and the arm never reaches the overhead position that produces the most triceps growth. Use it as a progression or a warm-up and get your serious triceps work from loaded exercises.

Do I need to go all the way down?

Yes. The bottom portion is where the triceps has the most to do, and shortening it is the fastest way to make an already easy exercise easier. If full depth is not achievable, raise the surface until it is.
