How to perform it
From the top of a glute bridge, walk the feet away from your body step by step while keeping the hips up, then walk them back in.
- Lie on your back with the knees bent and the feet flat.
- Tuck the ribs down and lift the hips into a bridge.
- Check that the hips are level with the knees and shoulders.
- Take a small step out with the right heel.
- Take a matching small step out with the left heel.
- Keep the hips high as the legs straighten.
- Continue walking out until the knees are nearly straight.
- Pause briefly in the extended position.
- Walk the feet back in one small step at a time.
- Lower the hips only once the feet have returned to the start.

Common mistakes
Letting the hips sag on the way out
The hips drop the moment the lever gets long. Stop walking out at the point where you can still hold them level.
Steps that are too big
Long strides make the position jump in difficulty and force a sag. Small steps keep the tension continuous.
Walking out too far
With the knees fully straight this becomes a passive hang on the hamstrings rather than an active hold.
Expecting it in the glutes
The further out you walk, the more this becomes a hamstring exercise. That is the point, not a fault.
Cramping through the hamstrings
Cramp usually means the position is too long for your current strength. Shorten the walkout and build up.

What the glute bridge walkout actually trains
A glute bridge walkout is a bridge held at the top while the feet step away from the body one at a time, straightening the legs, and then step back in.
Despite the name, this is mostly a hamstring exercise. The gluteus maximus does the work at the start, when the knees are bent and the position resembles an ordinary bridge. But the further the feet travel, the longer the lever between the hip and the foot becomes, and the more of the load transfers to biceps femoris and semitendinosus. By the time the knees are nearly straight, the hamstrings are holding the position almost alone, working at the hip and the knee simultaneously.
That transfer is the whole exercise, and it is the main way this differs from its siblings. An ordinary glute bridge keeps the feet close and moves the hips. This keeps the hips up and moves the feet, progressively handing the job to the hamstrings.
Bourne and colleagues compared hamstring activation across a range of exercises and found large differences depending on whether the movement loaded the hip or the knee. A walkout is unusual in asking the hamstring to do both at once, without any equipment.
The limitation is progression. There is no load to add. You can walk further out, slow the steps, pause in the extended position or move to one leg, and after that the exercise has nothing left. It is a useful bodyweight hamstring option and a reasonable warm-up before hinging, not a long term builder.
Setting up and executing
Lie on your back with the knees bent and the feet flat. Tuck the ribs down and lift the hips into a bridge, level with the knees and shoulders.
Take a small step out with one heel, then a matching step with the other. Small steps matter, because a long stride makes the position jump in difficulty and the hips will drop to compensate.
Keep the hips high as the legs straighten. Push through the heels the whole way.
Continue walking out until the knees are nearly straight, or until the point where you can still hold the hips level, whichever comes first.
Pause briefly, then walk the feet back in one small step at a time, and only lower the hips once the feet have returned to the start.
The mistakes that cost you the most
Letting the hips sag on the way out is the fault that empties this exercise of value. The moment the pelvis drops, the hamstrings stop holding a position and start being stretched by one. The distance you can walk out is defined by where you can still keep the hips level, not by how far your legs reach.
Steps that are too big cause exactly that sag. Each stride lengthens the lever noticeably. Halve the step size and the walkout becomes a controlled progression instead of a cliff.
Walking out too far, to a completely straight knee, turns the hold into a passive hang on the hamstring tendons rather than an active contraction. A slight knee bend at the far end keeps the muscle working.
Expecting to feel it in the glutes is a mistake in expectation rather than execution. If you want a glute exercise, keep the feet close and do bridges or hip thrusts.
And cramping through the hamstrings signals that the extended position is beyond your current strength. Shorten the walkout, build up over a few weeks, and it resolves.
Sets, reps and rest by goal
Count walkouts, not steps. One walkout is out and back.
For muscle gain, three sets of six to ten walkouts with a minute of rest. For strength, three sets of five to eight with ninety seconds, taken further out and slower. In a fat loss phase, three sets of eight to twelve with forty five seconds.
Slow steps beat fast ones by a wide margin. The time under tension in the extended position is the productive part, and rushing through it leaves you with a set that is mostly travel.
Progression runs out quickly, so plan for it. Walk further, pause longer at the extended position, slow the return, then move to a single leg version. Once single leg walkouts are comfortable, this exercise has taught you what it can and the training time is better spent on Romanian deadlifts, Nordic curls or leg curls.
Maeo and colleagues found greater hamstring hypertrophy from training at long muscle lengths than at short ones, which is the argument for spending your time in the extended part of the walkout rather than shuttling back and forth near the start.
Refalo and colleagues found stopping short of failure produces comparable growth to going to failure, which suits an exercise where failure means your hips hitting the floor.
Where it fits in your split
Late in a lower body session, as hamstring accessory work.
On push, pull and legs it goes on legs day after the main lifts. On a bro split it follows the heavy work on leg day. On an upper and lower split it is a hamstring accessory in the lower session. On a full body programme it is worth including only when no leg curl or hinge option is available. On a bodyweight programme it is one of the very few hamstring exercises you have.
Its clearest role is in bodyweight training. Hamstrings are difficult to train without equipment, and the options are limited to walkouts, slider curls and Nordic curls, the last of which is far too hard for most people to start with. A walkout sits usefully between nothing and a Nordic.
Its second role is as a warm-up before hinging, since a set or two gets the hamstrings working through a long position at low load. What it is not is a substitute for loaded hamstring work. If you have a leg curl machine or a barbell, use them.
Variations worth knowing
The plain glute bridge keeps the feet close and moves the hips instead, which is the version to choose when you want the glutes rather than the hamstrings.
The feet elevated glute bridge places the heels on a bench and works in a fixed extended position rather than walking out to reach it, which is simpler and easier to programme for reps.
The Nordic hamstring curl is a far harder eccentric exercise and the natural next step once walkouts feel manageable, though it is a large jump.
The single-leg bridge walkout roughly doubles the demand and is the most efficient way to progress this movement without equipment.
Slider hamstring curls, with the feet on furniture sliders or a towel, curl in and out under continuous tension instead of stepping, which many people find more controllable.
And the Romanian deadlift trains the hamstrings at long muscle lengths with load you can add to for years, which is what this exercise cannot offer.
What the evidence says
Bourne and colleagues compared hamstring muscle activation across a wide range of exercises and found that hip dominant and knee dominant movements load the hamstring differently, which explains why walking the feet out changes what the exercise trains rather than simply making it harder.
Maeo and colleagues found greater hamstring hypertrophy after training at long muscle lengths compared with short lengths, supporting time spent in the extended part of the walkout rather than near the start.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, which is a consistent finding across muscle groups and reinforces the same point.
Vigotsky and colleagues cautioned against reading muscle activation amplitudes as direct evidence of growth potential, which is worth remembering when comparing bodyweight hamstring exercises on activation alone.
Schoenfeld, Ogborn and Krieger found a dose response between weekly hard sets and hypertrophy, and the practical issue with this exercise is that it stops producing hard sets once you can walk out comfortably.
Refalo and colleagues found training close to failure sufficient for hypertrophy, which is the sensible stopping rule when failure means the hips dropping.
McGill's work on core training supports holding the pelvis and trunk rigid throughout, since the hips staying level is what defines a good repetition here.
Common questions
Is this a glute exercise or a hamstring exercise?
Mostly hamstrings, despite the name. The glutes do the work at the start, when the knees are bent, but as the feet walk out the hamstrings take over at both the hip and the knee. If your goal is glutes, do bridges with the feet close or hip thrusts with load.
How is this different from a normal glute bridge?
The normal bridge moves the hips with the feet fixed close in; this holds the hips up and moves the feet away. That change shifts the emphasis from the glutes to the hamstrings and turns a rep based exercise into a positional one. There is a case for both.
How far should I walk out?
Until the point where you can still keep your hips level, and no further. For most people that is short of a completely straight knee. Past that point an active hold becomes a passive hang.
Why do my hamstrings cramp?
Because the extended position asks for more than they can currently produce, often while they are also shortened at the hip. It is common and not a sign of anything wrong. Shorten the walkout and build up.
Should I do this if I have a leg curl machine?
Not as your main hamstring work. A leg curl or a Romanian deadlift can be loaded and progressed indefinitely, and Maeo and colleagues' work suggests long length loaded training is where the growth is. Keep the walkout as a warm-up.
