How to perform it
Lying on a bench, hold two dumbbells pressed together over your chest and press up and down while squeezing them into each other throughout.
- Pick two dumbbells far lighter than you would use to press.
- Sit on a flat bench and lie back with them on your chest.
- Bring them together over the middle of your chest, palms facing each other.
- Press them hard into each other so there is no gap.
- Set the shoulder blades down and back and plant the feet.
- Press straight up while maintaining the squeeze.
- Stop just short of locking out and keep the pressure on.
- Lower slowly until the dumbbells touch your chest.
- Keep squeezing at the bottom rather than relaxing.
- Press again without letting a gap open between them.

Common mistakes
Losing the squeeze
If the dumbbells drift apart the exercise stops working. The squeeze is the exercise, not the pressing.
Going too heavy
You cannot squeeze hard while managing a heavy load. Light weight is the point, not a limitation.
Locking out and resting
Full lockout gives the chest a break. Stop just short and keep the tension continuous.
Letting the elbows flare
Wide elbows make the squeeze harder to hold. Keep them tucked at roughly forty five degrees.
Rushing the reps
The value is in continuous tension across a slow rep. Fast reps let the squeeze lapse.

What the dumbbell squeeze press actually trains
A dumbbell squeeze press is a bench press where two dumbbells are held together over the chest and actively pressed into each other for the entire set, while you press them up and down.
The pectoralis major does most of the work. The triceps assist with the pressing, and the front delt contributes at the bottom.
What makes this different from every other press is that most of the tension does not come from the weight. It comes from the squeeze. When you press two dumbbells into each other, the chest is performing horizontal adduction against an isometric resistance you are generating yourself, and it does this continuously rather than only during the concentric.
That is why the loads are absurd by normal standards. A person who benches respectable numbers may find a pair of light dumbbells genuinely difficult here, because the limiting factor is not what the arms can move but how hard the chest can contract while moving anything at all.
The practical consequence is that this exercise produces a large amount of chest tension per unit of joint stress. There is no heavy bar over your face, no long lever with a load at the end of a straight arm, and no deep stretched position. For anyone whose shoulders or elbows complain about heavy pressing, that combination is unusually valuable.
Its limitation is equally clear. Because the load is light and the range is short at the bottom, it does not build much strength and it does not load the chest in a stretched position. Pedrosa and colleagues found training at longer muscle lengths produced greater growth than shorter ones, and this exercise is at the opposite end of that spectrum. It complements stretch work rather than replacing it.
Setting up and executing
Pick two dumbbells far lighter than you would use to press. If you normally press thirty kilos, start somewhere around ten and expect to be surprised.
Sit on a flat bench and lie back with them on your chest. Bring them together over the middle of your chest with the palms facing each other, and press them hard into each other so there is no gap.
Set the shoulder blades down and back and plant the feet.
Press straight up while maintaining the squeeze, stopping just short of locking out. Keep the pressure on at the top.
Lower slowly until the dumbbells touch your chest, still squeezing. Do not relax at the bottom.
Press again without letting any gap open between them. If a gap appears, the set is effectively over.
The mistakes that cost you the most
Losing the squeeze is the only mistake that really matters. Once the dumbbells drift apart you are doing an unusually light neutral grip press, which is not a useful exercise. The squeeze is the exercise, and the pressing is just the vehicle for it.
Going too heavy causes that directly. You cannot generate maximum inward pressure while also managing a load that is challenging to move. Light weight is not a compromise here, it is the design.
Locking out and resting hands the chest a break at exactly the point where you should be squeezing hardest. Stop just short and keep tension continuous.
Letting the elbows flare wide makes the inward squeeze mechanically harder to hold and shifts work towards the shoulder. Keep them tucked at roughly forty five degrees.
And rushing the reps lets the squeeze lapse without you noticing. Slow reps make it obvious whether you are still pressing the dumbbells together.
Sets, reps and rest by goal
For muscle gain, three sets of twelve to twenty with about a minute of rest. For strength work, three sets of ten to fifteen, though this is not a strength exercise in any meaningful sense. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Higher reps than a normal press across all three, because the loads are light and the mechanism is accumulated tension rather than heavy load.
Slow every rep deliberately. Two seconds up and two or three seconds down keeps the squeeze honest and multiplies the time under tension, which is the entire point of the movement.
Isometric holds work well. Pressing to the mid point and holding while squeezing as hard as possible for twenty to thirty seconds is a legitimate way to finish a chest session, and it needs almost no equipment.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume. Refalo and colleagues found stopping short of failure produces comparable growth to going all the way, though here the set tends to end when the squeeze fails rather than when the press does, which is a natural stopping point.
Do not try to progress this by adding weight in the way you would a press. Progress by holding the squeeze harder for more reps.
Where it fits in your split
At the end of a chest or push session, as a finisher.
On push, pull and legs it closes push day. On a bro split it is the last exercise on chest day. On an upper and lower split it finishes the upper session. On a full body programme it is useful precisely because it needs only light dumbbells, which are usually free.
The reason it goes last is that it is a high tension, low load movement. Putting it first would fatigue the chest without providing any of the loading that builds size and strength, and would compromise everything after it.
There are two situations where it moves up. The first is a deload or a session where your joints are unhappy, where it delivers real chest work without heavy loading. The second is a gym where only light dumbbells are available, in which case it becomes a way to make what you have genuinely difficult.
Two or three sets, once or twice a week, is enough.
Variations worth knowing
The hex press is the same idea using flat-faced hex dumbbells, which press together more easily and require less effort to keep aligned. If your gym has hex dumbbells, they are the better tool.
The dumbbell crush press is the broader family this belongs to, and this version is the strictest expression of it, with the squeeze prioritised over the load.
The plate press, holding two weight plates pressed together and pushing them out from the chest, is the oldest version of the idea and works standing or lying.
An incline squeeze press applies the same technique on an inclined bench, biasing the upper chest.
A squeeze press isometric hold drops the reps entirely and holds one position while squeezing maximally for time.
And the cable crossover loads the contracted position with external resistance rather than self generated tension, which is the more conventional way to achieve a similar emphasis.
What the evidence says
Studies measuring muscle activity across pressing variations show that grip and arm position substantially change the balance between the pectoralis, deltoid and triceps contributions, which is the basis for treating a neutral squeezed position as a chest biased press.
Research on the triceps heads shows that the different heads respond to different arm positions, which is relevant here because the tucked neutral position keeps the triceps involved without letting them dominate.
Coratella and colleagues on bench angle supports the incline variation as an upper chest option.
Pedrosa and colleagues found training at longer muscle lengths produced greater growth than shorter lengths. This exercise sits at the shortened end, which is why it should complement stretch focused work rather than replace it.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Roig and colleagues on eccentric training supports the slow descent.
Common questions
Why is it so hard with such light weight?
Because the resistance is mostly self generated. Squeezing two dumbbells into each other loads the chest isometrically throughout the whole set, on top of the pressing. The dumbbells are almost incidental. A pair you could press for thirty reps normally can become difficult inside ten.
How is this different from a hex press or crush press?
They are the same family. The crush press is the general movement, the hex press is the version using flat-faced hex dumbbells that press together easily, and the squeeze press is the strictest form, where holding maximum inward pressure matters more than the weight on the handles. In practice, pick the tool your gym has.
Can I build a chest with this alone?
No. It loads the chest in a shortened position with light weight, which is a genuinely useful stimulus but an incomplete one. You still need pressing for load and a fly or stretch focused movement for the lengthened position. Treat this as a third component, not a foundation.
How do I progress it?
Not by adding weight, which usually just costs you the squeeze. Progress by adding reps at the same load, slowing the tempo, adding an isometric hold at the end of the set, or moving to an incline. When you genuinely can hold a hard squeeze for twenty controlled reps, go up one increment.
Is it good if my shoulders hurt when benching?
Often, yes. There is no heavy load, no deep stretched position and no wide flared arm angle, which removes most of what makes heavy pressing uncomfortable. It is not a substitute for getting a persistent problem looked at, but it is a way to keep training the chest meanwhile.
