How to perform it
Pull a rope attachment set at face height towards your face, separating your hands and rotating them outwards as you finish.
- Attach a rope to a cable pulley set at roughly face height.
- Take one end in each hand with the palms facing in.
- Step back until the cable has tension with the arms straight.
- Stand with one foot forward for a stable base.
- Brace the abs and keep the ribs down.
- Pull the rope towards your face, separating the hands.
- Drive the elbows back and keep them level with the hands.
- Finish beside your ears with the thumbs pointing backwards.
- Pause for a beat with the shoulder blades together.
- Return slowly over two to three seconds to a full stretch.

Common mistakes
Loading it like a row
Too much weight drags the elbows down and the movement becomes a high row. The rear deltoid needs light loads here.
Elbows dropping below the hands
Low elbows shift the work to the lats. Keep the upper arms level with the shoulders or slightly higher.
Skipping the rotation
Stopping when the rope reaches your face leaves out the external rotation that makes this different from a row.
Leaning back to move the weight
If your torso is swinging, the cable is winning. Set a staggered stance and keep the ribs down.
Treating it as shoulder rehab
It is useful upper back work, not a treatment. Doing it instead of real pulling is the actual mistake.

What the cable face pull actually trains
A cable face pull is a horizontal pulling movement in which you pull a rope attachment set at face height towards your head, separating your hands and rotating your forearms outwards as the elbows travel back.
The posterior deltoid does the bulk of the work. The middle and lower trapezius and the rhomboids retract the shoulder blades, and the infraspinatus and teres minor perform the external rotation at the end of the range.
The elbow height defines the exercise. Upper arms level with the shoulders or slightly above puts the shoulder in horizontal abduction, which is the posterior deltoid's job. Let the elbows drop and the lats take over, at which point you are doing a high row with a rope.
The external rotation is the second defining feature and the one most people leave out. Finishing with the thumbs pointing backwards adds work for the rotator cuff that no row provides. Skip it and this is a rear delt fly with a worse resistance angle.
The cable is what makes it better than the band version. Tension is constant rather than rising towards the end, and you can add two and a half kilos at a time.
Now the honest assessment. Face pulls are genuinely useful and genuinely oversold. They are recommended everywhere as shoulder insurance and posture correction, and Ludewig and Reynolds found the relationship between scapular movement and shoulder problems far too complicated to be resolved by one accessory. What face pulls do is train the posterior deltoid and mid back at a light load with rotation included. That is a good exercise, not a treatment.
Setting up and executing
Attach a rope to a cable pulley set at roughly face height. Higher is fine; much lower turns it into a row.
Take one end in each hand with the palms facing in. Step back until the cable is under tension with the arms straight.
Stand with one foot forward, brace the abs and keep the ribs down.
Pull the rope towards your face, separating the hands and driving the elbows back. Keep the upper arms level with the shoulders or a touch higher the whole way.
Finish with the hands beside your ears and the thumbs pointing backwards, shoulder blades together, and pause for a beat.
Return slowly over two to three seconds until the arms are straight and the shoulder blades have travelled forward again.
The mistakes that cost you the most
Loading it like a row is the fault that spoils almost every face pull in every gym. The posterior deltoid is small and works in poor leverage here, so the honest weight looks embarrassing on the stack. Go heavier and the elbows drop, the torso leans back and the lats take the job. Pick a weight you can finish with high elbows for fifteen reps.
Elbows dropping below the hands is the mechanical version of the same problem. High elbows or it is a different exercise.
Skipping the rotation removes the one thing face pulls offer that a rear delt fly does not.
Leaning back to move the weight means the cable is winning. A staggered stance and braced ribs fix it, and if they do not, the weight does.
And treating it as shoulder rehab is the mistake that costs the most training time. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded positions worth managing carefully, which is a reason to train sensibly across all your pressing, not a reason to believe one accessory protects you.
Sets, reps and rest by goal
Light load, moderate to high reps, moderate rest.
For muscle gain, three sets of twelve to twenty with a minute. For strength, three sets of ten to fifteen with ninety seconds, though strength is not the goal here. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Progress slowly and in small increments. A five kilo jump on a face pull is enormous relative to the muscle doing the work, so add reps first and weight only when the top of the range is comfortable with high elbows.
Because the fatigue cost is low, this is a movement that rewards frequency. Two or three sessions a week beats one, and Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. The posterior deltoid is the most commonly undertrained part of the shoulder, so extra weekly sets are rarely wasted.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which fits here because the reps past technical breakdown are just rows.
Stop the set when the elbows start dropping. That is the real failure point.
Where it fits in your split
Late in a pulling session, or as an accessory at the end of a pressing session.
On push, pull and legs it goes after the heavy rowing on pull day, or at the end of push day as balance for the pressing volume. On a bro split it fits back or shoulder day. On an upper and lower split it can appear in both upper sessions. On a full body programme it is a quick accessory when a cable is free. On a bodyweight programme, bands replace it.
The sensible way to think about placement is that this is volume for a small muscle nothing else trains directly. Rows train the mid back but let the lats and biceps carry the load.
What face pulls should not do is displace heavy pulling. Kara and colleagues found scapular retraction exercises recruit the middle and lower trapezius well, but recruitment at a light load is not a substitute for loaded pulling.
Two or three times a week, three sets, at the end of a session. That is the whole prescription.
Variations worth knowing
The band face pull is the same movement with a band, portable and available anywhere, with tension rising towards the end rather than staying constant.
A seated cable face pull removes the temptation to lean back and lets you focus entirely on the arms and shoulder blades.
The high to low face pull, pulling down from a high pulley, shifts the emphasis towards the lower trapezius and is a useful change of angle.
A single arm cable face pull exposes differences between the two shoulders that a rope hides completely.
The reverse pec deck is a machine rear delt fly, easier to load progressively and easier to take close to failure, though it has no rotation component.
And the cable rear delt fly, with straight arms and a wider arc, removes the elbow flexion entirely and is the more isolated option.
What the evidence says
Kara and colleagues measured trapezius activation levels and ratios during scapular retraction exercises and found the middle and lower trapezius are recruited effectively by this family of movements, which supports the face pull as mid back volume.
Ludewig and Reynolds reviewed the association between scapular kinematics and shoulder joint pathologies and found the relationship complex and not reducible to a weak muscle model, which is the honest counterweight to the posture claims made for this exercise.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions and loading patterns worth treating carefully, supporting high elbows and modest loads rather than heaving a heavy stack.
Sakoma and colleagues described the anatomical and functional segments of the deltoid and showed the posterior segment behaves as a distinct unit, which explains why it needs its own exercise rather than benefitting incidentally from pressing.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which argues for spreading face pull volume across two or three sessions.
Refalo and colleagues found training close to but short of failure produces comparable hypertrophy, which suits a movement where the final reps degrade into rowing.
Pallares and colleagues found full range training produced better outcomes than partial range work, supporting a complete return to a stretched start position rather than short pulses at the back end.
Common questions
How is this different from a band pull-apart?
Barely. Both train the posterior deltoid and mid back with light horizontal pulling. The face pull bends the elbows, adds external rotation and uses a cable with constant tension; the pull-apart keeps the arms straight and gets harder towards the end. Do one of them, well, rather than both in the same session.
Where should the rope be set?
Face height or slightly above. Set lower, the elbows drop and it becomes a high row for the lats. Set very high, you lose the horizontal component and it turns into a variation of a pulldown.
Do face pulls prevent shoulder injuries?
Not on their own. They are light posterior shoulder work, which is useful, but the evidence on scapular movement and shoulder problems does not support a single accessory as protection. Sensible loading across your pressing matters far more.
Why does everyone use so much weight?
Because the honest load looks small and the stack is public. As soon as the weight climbs, the elbows drop and the lats take over, which feels stronger and trains something else. Use a weight that lets you finish with your thumbs pointing back.
How many should I do a week?
Six to nine hard sets spread over two or three sessions is plenty. The fatigue cost is low, so frequency is easy to add, but this is an accessory and it should not be eating time that belongs to your rows.
