How to perform it
Pull a barbell from the floor in one continuous accelerating movement and receive it locked out overhead in a squat.
- Set the feet under the bar at roughly hip width.
- Take a wide grip so the bar sits at the hip crease when standing.
- Set the back flat, the chest up and the shoulders slightly over the bar.
- Push the floor away and lift the bar with the knees moving back.
- Keep the shoulders over the bar as it passes the knees.
- Accelerate as the bar reaches the upper thigh.
- Extend the ankles, knees and hips fully and together.
- Pull yourself under the bar rather than pulling the bar higher.
- Receive it locked out overhead in a squat position.
- Stand up with the bar overhead and control it back down.

Common mistakes
Learning it without coaching
This is the most technical lift in the gym. Video, a coach or a class will save you months of grooving a bad pattern.
Yanking the bar off the floor
The first pull is deliberate and controlled. Speed comes later, from the hips, not from the floor.
Letting the bar swing away
A bar that loops out in front is unreachable overhead and turns into a lower back exercise.
Waiting for the bar at the top
There is no float. The third pull is active and you pull yourself under deliberately.
Loading it before the position exists
If you cannot hold a wide grip overhead in a deep squat with a stick, adding a bar will not help.

What the barbell snatch actually trains
A barbell snatch is a weightlifting competition lift in which a wide grip barbell travels from the floor to a locked out overhead position in one continuous movement, received in a squat.
It is filed under traps in most exercise libraries, and that classification deserves a blunt correction before anything else. The upper trapezius does work hard, particularly through the second pull and while stabilising the bar overhead. But nobody has ever built a set of traps by snatching, and if trap size is your goal, heavy shrugs, carries and rows will get you there faster with a fraction of the learning cost. The snatch is a sport lift. Train it because you want to snatch.
What it actually trains is the ability to produce force quickly through the hips and knees and then reposition your body underneath a load. The quadriceps, glutes and hamstrings drive the extension. The erector spinae hold a rigid back through the first and second pulls. The trapezius, deltoids and forearms manage the turnover and the overhead position, and the abs and obliques brace it all together.
Schoenfeld's review of squatting kinematics is relevant here, because the receiving position is a deep overhead squat and most people's snatch is limited by that position rather than by strength. Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and documented substantial demands, and McGill's work on core training supports the emphasis on a braced, rigid torso.
None of that makes it a hypertrophy tool. The rep ranges are low by necessity, the volume is small, and technical failure arrives long before muscular failure.
Setting up and executing
Set your feet under the bar at roughly hip width and take a wide grip, wide enough that the bar sits at your hip crease when you stand upright.
Set the back flat, the chest up, and the shoulders slightly in front of the bar.
Push the floor away rather than pulling with the arms. The bar should come up as the knees travel back, staying close to the shins.
Keep your shoulders over the bar as it passes the knees, then accelerate as it reaches the upper thigh, brushing the leg.
Extend the ankles, knees and hips fully and together. Then pull yourself under the bar rather than trying to pull the bar higher.
Receive it locked out overhead in a squat, stand up, and control it back down.
The mistakes that cost you the most
Learning it without coaching is the mistake that matters most, and it is an efficiency warning more than a safety one. This is the most technically demanding lift in a commercial gym, and a coach, a class or filming yourself against a reference will save you months of grooving a pattern that then has to be unlearned.
Yanking the bar off the floor feels fast and produces slow lifts. The first pull is deliberate and controlled; the speed comes from the hips at the top. Starting fast usually means the bar drifts forward and the back rounds.
Letting the bar swing away from the body is the consequence of that error and the reason most snatches are missed. A bar that loops out in front cannot be received overhead, and the attempt to save it turns a technical lift into an unplanned heavy lower back exercise.
Waiting for the bar at the top is the classic novice error. There is no floating phase. The third pull is active; you pull yourself down under the bar.
And loading it before the position exists is simply wasted training. If you cannot hold a broomstick overhead with a wide grip in a deep squat, the bar has nowhere to go.
Sets, reps and rest by goal
Programme it like a skill, not like an exercise.
For muscle gain, five sets of two to three with three minutes rest, while accepting that the hypertrophy contribution is incidental. For strength, five sets of one to three with three minutes. In a fat loss phase, four sets of two to three with two minutes, keeping the technical quality high rather than chasing a conditioning effect.
Never take a snatch to failure. The reps immediately before failure are the ones that teach you bad positions. Refalo and colleagues found stopping short of failure produces hypertrophy comparable to training to failure, which removes any argument for grinding here.
Stop the session when speed drops. Bar velocity is the honest measure of a snatch, and a slow rep is a failed rep that happened to finish.
Frequency beats volume for skill acquisition. Two or three short quality sessions a week will do more than one long one.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is exactly why you should not expect the snatch to grow anything. The set count is far too low.
Where it fits in your split
First in the session, always, and only when you are fresh.
On push, pull and legs it opens pull day. On a full body programme it goes before everything else. On an upper and lower split it belongs in a full body or lower session. It is a poor fit for an upper only day, because it is a whole body lift.
On a bro split, if you train it at all, it opens back day. But a bro split and the snatch have different purposes and rarely belong in the same programme.
The larger question is whether it belongs in your training at all. If you compete in weightlifting, obviously yes. If you play a sport where rate of force development matters and you have coaching, it is reasonable. If your goals are size and strength, the time cost is difficult to justify: you can get the same force production training from jumps, throws and trap bar work in a tenth of the learning time.
Nothing about that makes it a bad lift. It makes it a specific one.
Variations worth knowing
The power snatch receives the bar above parallel, which removes the deep overhead squat requirement and is where most people should start.
The hang snatch begins from the thigh, removing the first pull and letting you drill the part of the lift that generates the power.
The muscle snatch pulls the bar to lockout without dropping under it, which teaches the bar path with light loads.
The snatch high pull keeps the pull and drops the turnover entirely, and for anyone training for general strength rather than the sport, it is a far better use of time.
The dumbbell snatch uses one arm and a dumbbell, which is dramatically easier to learn, far safer to load and captures most of the athletic benefit.
And the overhead squat trains the receiving position on its own, which is where most beginners are limited.
What the evidence says
Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and documented the substantial compressive and shear demands involved, which supports both the emphasis on a rigid back and the advice against saving a bar that has drifted forward.
McGill's review of core training and its translation to performance supports the bracing strategy used throughout the pull, where the torso must transmit force from the hips to the bar without leaking.
Schoenfeld's review of squatting kinematics and kinetics is directly relevant to the receiving position, since the snatch is caught in a deep squat and that position, rather than pulling strength, is what limits most lifters.
Kara and colleagues examined trapezius activation during scapular retraction work and found the movement pattern determines which portion dominates, which is worth knowing when deciding whether a snatch is a sensible way to train traps. It is not.
Fenwick and colleagues compared rowing exercises and found large differences in trunk demands between pulling patterns, a reminder that trap training is served better by movements you can load repeatedly than by a lift limited by technique.

Common questions
Is the snatch a good trap exercise?
No. The traps work hard, especially through the second pull, but the volume is far too low and the limiting factor is technique rather than muscular effort. If you want bigger traps, shrug heavy, carry heavy things and row. Nobody has ever snatched their way to a set of traps.
Do I need a coach?
You need coaching in some form. That can be a coach, a weightlifting class, or disciplined self filming compared against reference technique. What does not work is loading the bar and hoping the pattern sorts itself out, because the errors are self reinforcing.
Should I do the snatch or the power snatch?
Start with the power snatch. It removes the deep overhead squat, which is the position most people cannot yet hold, and it teaches the pull and the turnover. Move to the full lift only if you want the sport version.
Is it worth doing for general fitness?
Usually not, if you are honest about the time cost. The snatch takes months to become useful and stays technically fragile. A dumbbell snatch, a trap bar jump or a snatch high pull gives you most of the athletic quality with almost none of the learning curve.
How heavy should I go?
Only as heavy as your speed allows. When bar velocity drops noticeably, the set is over regardless of what the plan said. Grinding a snatch teaches your body the wrong pattern and puts you in the exact position where the load on the spine is highest.
