Overhead Squat

How to perform it

With a barbell locked out overhead in a wide grip, squat as deep as you can while keeping the bar over the middle of your feet.

  1. Set the bar in a rack at upper chest height or start with an empty bar.
  2. Take a wide snatch grip with the hands well outside the shoulders.
  3. Press or jerk the bar into a locked out position overhead.
  4. Step back and set the feet shoulder width with the toes slightly out.
  5. Push the bar up and slightly back so it sits over the middle of the feet.
  6. Brace the abs and pull the shoulder blades into a stable position.
  7. Sit straight down between the hips, keeping the torso as upright as possible.
  8. Descend as deep as you can hold the bar position.
  9. Drive up through the mid foot without letting the bar travel forward.
  10. Reset the overhead position before the next rep.

Common mistakes

Bar drifting in front

Once the bar leaves the line over your mid foot the lift is finished. Stop the set rather than saving it.

Grip too narrow

A narrow grip makes the overhead position far harder to hold. Use a wide snatch grip.

Loading it for leg growth

The shoulders and the position fail long before the legs are challenged. It will not build quads.

Chasing depth you cannot hold

Sinking below the point where the bar stays put just teaches a broken position.

Skipping the empty bar phase

This is a skill before it is a lift. Weeks with a bar or a dowel are normal.

What the overhead squat actually trains

An overhead squat is a squat performed with a barbell locked out at arm's length above your head, held in a wide snatch grip.

The quadriceps, gluteus maximus and adductors do the squatting. The deltoids, upper back and trapezius hold the bar overhead, and the abdominals and erector spinae work continuously to keep the torso upright enough that the bar stays over your feet.

Here is the honest description: this is not a leg exercise. It is a positional test that happens to involve a squat.

The load is set entirely by your ability to hold a bar overhead while your hips and ankles go into deep flexion. For almost everyone that is a small fraction of what their legs can handle. Your quads will never be the limiting factor, so they will never receive a growth stimulus worth the name.

What it does do is expose position. The bar has to stay over the middle of your feet. To achieve that with your arms locked overhead, your thoracic spine has to extend, your shoulders have to flex fully, your ankles have to allow the shins forward, and your hips have to let you sit down between them. If any of those is limited, the bar drifts forward and you can see it happen.

Schoenfeld's review of squatting kinematics describes how load position drives torso angle, and nothing demands a more vertical torso than a bar directly above your head. Yavuz and colleagues found the front rack enforced a more upright trunk with a lower absolute load, which is the same trade off taken to an extreme here.

Weightlifters do this because the bottom of an overhead squat is the receiving position of a snatch. That is a specific reason. If you do not snatch, be clear about why you are doing it.

Setting up and executing

Set the bar in a rack at upper chest height, or take an empty bar from the floor.

Take a wide snatch grip, hands well outside the shoulders, and press or jerk the bar into a locked out position overhead.

Step back and set the feet shoulder width with the toes slightly turned out. Push the bar up and slightly back so it sits over the middle of your feet, and pull the shoulder blades into a stable position.

Brace the abs and sit straight down between the hips, keeping the torso as upright as you can.

Descend as deep as you can hold the bar position, then drive up through the mid foot without letting the bar travel forward.

Reset the overhead position before the next rep.

The mistakes that cost you the most

The bar drifting in front is the failure of this lift, and the correct response is to stop the set. Once the bar leaves the line over your mid foot you are holding a load out in front of you at arm's length above your head, which is neither useful nor safe.

A grip too narrow makes the overhead position dramatically harder to hold, because it reduces the shoulder flexion available to you. Go wide, out towards the collars, and the position becomes far more stable.

Loading it for leg growth is the fundamental error. Kubo and colleagues found squat depth and load determine which lower limb muscles grow, and the loads available in an overhead squat are simply too light for that to happen. It is preparation, not stimulus.

Chasing depth you cannot hold teaches a position that is falling apart. Pallares and colleagues found full range training beats partial range training in general, but here the useful range is the one where the bar stays put, and that range grows over months.

And skipping the empty bar phase is why most people give up on this lift. Weeks with a dowel or an unloaded bar are normal and expected, and the progress you make in that phase is the actual point.

Sets, reps and rest by goal

Low reps, light loads, long rest, and no failure sets ever.

For muscle gain, if you are doing it at all, three sets of five to eight with two minutes. For strength, four sets of two to five with three minutes, which is how weightlifters use it. In a fat loss phase, three sets of six to ten with ninety seconds.

Note that none of these numbers are chosen for hypertrophy, because hypertrophy is not on offer. They are chosen so that every rep is a good rep.

Stop the set the moment position degrades, which usually means well before you are tired. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and that argument is easy to accept when the alternative is a barbell falling forward from overhead.

McGill's work on core training frames trunk stiffness as the mechanism that lets you hold a position under load rather than deform, which is a fair description of what you are actually training here.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Do not count overhead squat sets towards your leg volume. They belong in the same column as warm ups and skill work.

Where it fits in your split

Early in a lower body session, as preparation rather than as a main lift.

On push, pull and legs it goes at the start of legs day. On a bro split it opens leg day as preparation. On an upper and lower split it is positional work in the lower session. On a full body programme it is a useful light opener with an empty bar.

Two or three sets before your real squatting is the right dose. It warms the hips, ankles and shoulders, tells you what kind of day your body is having, and costs nothing in recovery.

If you compete in weightlifting, it is a different conversation and the lift is a genuine part of your programme.

For everyone else, treat it as a diagnostic. If the bar drifts forward every time, you have learned something specific about your ankles, hips or shoulders, and there are more direct ways to address each of them.

Once or twice a week, light, is plenty.

Variations worth knowing

The front squat is the front loaded squat that actually builds legs, with a hold most people can maintain under real load.

The snatch balance drops you under the bar into the bottom overhead position and is a weightlifting specific drill.

An overhead squat with a dowel is the pure assessment version, and for many people it is the only version worth doing.

The single arm overhead squat, with a dumbbell or kettlebell locked out in one hand, adds a strong anti lateral trunk demand and is far more accessible than the barbell version.

The Sots press, pressing overhead from the bottom of a deep squat, is a brutal mobility drill that attacks the same limitations directly.

And the back squat is the straightforward heavy squat that this should never replace.

What the evidence says

Schoenfeld's review of squatting kinematics and kinetics describes how load position determines torso angle and joint demands, which is why a bar held overhead forces the most upright squat of any variation.

Yavuz and colleagues compared front and back squats at maximal loads and found the front rack produced a more upright trunk with lower absolute loading, illustrating the same trade off that the overhead position takes to its extreme.

McGill's work on core training emphasises trunk stiffness as the mechanism for holding position under load, which is the primary quality trained here.

Kubo and colleagues found squat depth and load determine which lower limb muscle volumes grow, supporting the conclusion that the light loads possible overhead will not build legs.

Pallares and colleagues found full range training beat partial range training, though here the usable range is limited by the overhead position rather than by choice.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, both of which argue for keeping this exercise away from your hypertrophy work.

Common questions

Will overhead squats build my legs?

No. The load is limited by your shoulders and your ability to hold position, and it will always be far below what your legs can handle. Use back squats, front squats or leg presses for leg size and use this for what it is good at.

Why does the bar keep falling forward?

Because something in the chain will not allow the position: ankles that limit shin travel, hips that make you sit back rather than down, a thoracic spine that will not extend, or shoulders that will not flex fully. Work on whichever of those is yours, with an empty bar.

How does this compare with a front squat?

The front squat is the useful lift. Both enforce an upright torso, but the front rack lets you load properly, which is why it builds legs and this does not. If you like front loaded squatting, front squat and use the overhead squat as a warm up.

Do I need to do this if I do not snatch?

No. Its main purpose is preparing the receiving position for the snatch. Outside weightlifting it is a mobility screen and a warm up, both of which are real uses, neither of which requires loading it heavily.

What grip width should I use?

Wide, out towards the collars, in a snatch grip. A wider grip reduces the shoulder flexion needed to keep the bar overhead and makes the position far easier to hold. Narrowing the grip makes it harder without making it more useful.
