How to perform it

Row a barbell from the floor to your torso, then return it fully to the floor and pause before the next rep.

  1. Load a barbell on the floor and stand with it over your midfoot.
  2. Hinge at the hips until your torso is between thirty and forty five degrees.
  3. Take an overhand grip a little outside shoulder width.
  4. Brace the abs and set the back flat.
  5. Pull the bar to the bottom of your ribs.
  6. Drive the elbows back rather than flaring them wide.
  7. Squeeze the shoulder blades together for a beat.
  8. Lower the bar under control to the floor.
  9. Let it settle completely and release the tension for a moment.
  10. Reset your back position and pull the next rep.

Common mistakes

Bouncing the bar off the floor

A rebound removes the dead stop that gives the exercise its name and its point.

Rounding the lower back to reach

If you cannot reach the bar with a flat back, raise it on blocks rather than rounding.

Standing up as you pull

Rising through each rep turns a row into a partial deadlift and hides the load.

Pulling to the chest

A high pull point turns this into rear deltoid work. Pull to the bottom of the ribs.

Loading it like a deadlift

The dead stop makes the start much harder than a bounced row. The honest weight is lower.

What the barbell deadstop row actually trains

A barbell deadstop row is a bent over row in which the bar is returned to the floor and allowed to settle completely between every repetition, so each pull starts from a genuine dead stop.

The latissimus dorsi and teres major bring the upper arm back, the rhomboids and middle trapezius retract the shoulder blades, the posterior deltoid assists, and the biceps flex the elbows. The erector spinae work isometrically the whole time to hold your torso in position.

The dead stop is the entire distinguishing feature, and it does two things.

The first is that it removes the stretch reflex and the momentum. In a continuous bent over row, the bar reverses direction while it is still moving, and that reversal gives you free speed into the first third of the pull. Setting the bar down and letting it settle kills that. Every rep starts from zero, which makes the bottom of the range substantially harder and means the weight you can use drops.

The second is that it forces you to reset your position. Bent over rowing degrades as a set goes on: the hips rise, the torso lifts, the back rounds. Putting the bar down between reps gives you a moment to fix all three, which means rep ten looks like rep one rather than looking like a bad deadlift.

What it is not is a fundamentally different exercise from any other row. Lehman and colleagues measured activation across latissimus dorsi exercises and found grip and position changes produce far smaller differences than training folklore suggests. The differences here are in loading, fatigue and how honest the reps are.

Setting up and executing

Load a barbell on the floor and stand with it over your midfoot, feet about hip width.

Hinge at the hips until your torso sits somewhere between thirty and forty five degrees from horizontal. This is more upright than a Pendlay row and slightly less strict, which is deliberate.

Take an overhand grip a little outside shoulder width. Brace the abs and set the back flat.

Pull the bar to the bottom of your ribs, driving the elbows back rather than flaring them wide. Squeeze the shoulder blades together for a beat at the top.

Lower under control to the floor and let the bar settle completely. Release the tension for a moment, reset your back position, and pull again from a genuine stop.

The mistakes that cost you the most

Bouncing the bar off the floor is the fault that turns this back into an ordinary row with extra noise. The plates need to settle, and there needs to be a visible pause. If you can hear a rhythm, you are bouncing.

Rounding the lower back to reach the bar is the fault worth taking seriously. Cholewicki and colleagues measured lumbar loads during heavy lifting and found compressive forces reaching very high values, and a flexed spine is a worse place to accept those forces. If your hamstrings will not let you reach the floor with a flat back, raise the bar on blocks or plates.

Standing up as you pull converts the row into a partial deadlift. The torso angle should be the same at the top of the rep as at the bottom.

Pulling to the chest changes the exercise into rear deltoid work with a shorter range. Aim at the bottom of the ribs.

And loading it like a deadlift is the most common misjudgement. The dead stop makes the start genuinely hard, so the honest working weight is lower than what you use on a bounced row. Accepting that is the price of the strictness.

Sets, reps and rest by goal

This is a heavy movement with a demanding start, so keep the reps moderate.

For muscle gain, four sets of six to ten with two minutes rest. For strength, four sets of three to six with three minutes. In a fat loss phase, three sets of eight to twelve with ninety seconds.

Very high rep work does not suit this exercise. Beyond about twelve reps the set becomes a positional endurance test for the lower back.

Progress by weight rather than by reps where you can, since the strictness caps how many good reps you have in you. Two and a half kilos at a time is fine.

Fenwick and colleagues compared rowing variations and found bent over rowing produces substantial lumbar spine loading compared with supported versions, which is a reason to keep the weekly volume of unsupported rowing sensible.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so if you want more back volume than this can safely give you, add it with chest supported rows or pulldowns.

Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going to failure. Taking a bent over row to true failure is where lumbar position collapses, so leave a rep or two.

Where it fits in your split

First or second in a pull or back session.

On push, pull and legs it goes early on pull day as the horizontal pull. On a bro split it follows the vertical pulling on back day. On an upper and lower split it is the heavy row of the upper session. On a full body programme it is a strong choice, and it needs no rack.

The order question with vertical pulling is worth deciding rather than defaulting. Whichever comes first gets the most progress. If your rowing strength is behind your pulldown strength, put this first.

The one placement that does not work is putting it after deadlifts on the same day. Both fatigue the erector spinae heavily, so the second one is limited by your lower back rather than your back muscles.

Variations worth knowing

The Pendlay row is the closest relative, with a torso closer to parallel to the floor and a deliberately explosive pull. If you are already pulling from a dead stop, the difference between the two is your torso angle and your intent, which is smaller than the internet claims.

The bent over barbell row runs continuously without setting the bar down, which allows more reps per set and more total work at the cost of some strictness.

The chest supported row puts a bench between you and the load, removing the lower back as a limiter and letting you add volume without adding spinal fatigue.

The deficit deadstop row has you stand on a platform so the bar starts lower, adding range at the bottom.

An underhand deadstop row turns the palms up, which brings the biceps in more and suits some shoulders better.

And the seal row, lying face down on a raised bench, is the strictest rowing option in existence and the natural progression when you want to remove your lower back entirely.

What the evidence says

Fenwick and colleagues compared rowing exercises for trunk muscle activation and lumbar spine load and found bent over variations impose considerably higher spinal demand than supported ones, which is the practical reason to control how much unsupported rowing you do in a week.

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and found very high compressive forces, which supports keeping a flat back and raising the bar rather than reaching for it.

McGill's work on core training supports bracing the trunk before the pull rather than relying on the back muscles to hold position reactively.

Lehman and colleagues measured activation across latissimus dorsi exercises and found grip and position changes shift the pattern much less than commonly assumed, which is why row variants are far more alike than different.

Pallares and colleagues found full range training produced better outcomes than partial range work, which supports letting the bar go all the way to the floor rather than cutting the descent short.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together argue for leaving a rep in reserve here and adding volume elsewhere.

Common questions

How is this different from a Pendlay row?

Barely. Both reset the bar on the floor. A Pendlay row uses a torso closer to parallel and a deliberately explosive pull; a deadstop row is usually slightly more upright. Doing one properly gets you almost everything the other offers, so pick the torso angle your hamstrings and lower back tolerate.

Should the bar actually touch the floor?

Yes, and it should settle. A touch and go is a different exercise, and a perfectly good one, but it is not this. If the plates never stop moving you have kept the momentum you were trying to remove.

Why is my lower back the limiting factor?

Because it is working isometrically for the whole set while your lats only work during the pull. That is normal for unsupported rowing. If it is limiting every session, reduce the volume here and add chest supported rows or pulldowns for the extra sets.

What torso angle should I use?

Between thirty and forty five degrees from horizontal. More upright lets you use more weight and taxes the lower back less, but shortens the range and moves emphasis towards the upper back. Closer to parallel is stricter and harder. Both work.

Is the dead stop worth the lost weight?

If your rows tend to turn into a heaving deadlift by rep five, yes. If your technique already holds up for a whole set, the strictness is buying you very little and you would be better off with a continuous row and heavier loading.
