How to perform it
Standing with your back flat against a wall and your elbows pressed to it, curl a dumbbell in each hand to your shoulders without letting the elbows or back leave the wall.
- Stand with your back flat against a wall and the feet close to it.
- Hold a dumbbell in each hand at your sides.
- Press the head, upper back and hips into the wall.
- Draw the shoulders back so the elbows touch the wall behind you.
- Set the palms facing forward or neutral, whichever the wall allows.
- Brace the abs so the lower back does not arch off the wall.
- Curl both dumbbells up with the elbows staying on the wall.
- Stop when the forearms are just past vertical.
- Pause for a beat and squeeze.
- Lower over three seconds until the arms are fully straight.

Common mistakes
Elbows leaving the wall
The moment the elbows come off, the exercise has become a standing curl. That contact is the entire method.
Hips sliding forward
Pushing the hips off the wall gives you leverage and defeats the point. Keep them pressed back.
Bringing your normal curl weight
Expect to drop the load substantially. Anything else means you are cheating without noticing.
Arching the lower back
A gap behind the lumbar spine lets the torso help. Brace the abs and keep the back flat.
Treating it as a strength test
The value is strict quality reps, not a number to compare with your standing curl.

What the wall strict curl actually trains
A wall strict curl is a dumbbell curl performed with your back flat against a wall and your elbows in contact with it, so the torso and shoulders cannot contribute anything to the lift.
The biceps brachii does the curling, with the brachialis underneath and the brachioradialis contributing depending on how your hands are turned. Nothing else is available to help, which is the entire design.
Its value is negative rather than positive. It does not add anything a curl does not already do; it removes things. It removes the hip drive, the lean back, the shoulder swing and the small forward drift of the elbows that almost every standing curl acquires as the set gets hard. What is left is elbow flexion with a weight in your hand.
The consequence is immediate and slightly humbling. Most people find they need to drop thirty to forty per cent of their usual dumbbell curl weight before they can keep both elbows on the wall. That gap is a decent measure of how much of your normal curl was being done by everything except your biceps.
Whether that matters is a fair question. Strictness is not automatically better. A curl with a little body English still trains the biceps, and total volume and effort matter more than technical purity. But there is a specific case where this exercise is genuinely useful, and it is when you have lost the ability to feel a curl at all, because your form has drifted so far that the arms are barely working.
Used that way, for a few weeks, it recalibrates you. Used forever, it is an unnecessarily light exercise.
Setting up and executing
Stand with your back flat against a wall and your feet close to it, a few centimetres out at most.
Hold a dumbbell in each hand at your sides. Press the head, upper back and hips into the wall.
Draw the shoulders back so that both elbows make contact with the wall behind you. That contact is the thing you are protecting for the rest of the set.
Set the palms facing forward, or neutral if a full supinated grip makes the wall contact awkward. Brace the abs so the lower back does not arch away.
Curl both dumbbells up, with the elbows staying on the wall throughout. Stop when the forearms are just past vertical and pause for a beat.
Lower over about three seconds until the arms are fully straight, and start the next rep from a dead stop.
The mistakes that cost you the most
Elbows leaving the wall is not a technique flaw, it is the end of the exercise. The moment the elbows come forward you are doing a standing curl in an inconvenient place. Check both, since the weaker arm usually cheats first and you will not notice.
Hips sliding forward is the second escape route. Push the hips away from the wall and you create a lean that gives the shoulders something to work with. Keep them pressed back along with the upper back.
Bringing your normal curl weight guarantees both faults. Halve it, do a set, and add from there. The number is going to be low and the number is not the point.
Arching the lower back opens a gap that lets the torso contribute and, over time, is an unnecessary load on the lumbar spine. Brace the abs and keep the back flat against the wall.
And treating this as a strength test misses what it is for. Pallarés and colleagues found full range training beat partial range training, so the useful comparison is whether you completed clean full range reps, not what appeared on the dumbbell.
Sets, reps and rest by goal
Light weight, higher reps, short rest.
For muscle gain, three sets of ten to fifteen with a minute. For strength, three sets of eight to twelve with ninety seconds, though this is not a strength exercise in any meaningful sense. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Progression is awkward because the increments available on dumbbells are large relative to the loads you will be using. Add reps first, and only move up a dumbbell when you can complete the top of the rep range on every set with the elbows glued to the wall.
Control the descent for around three seconds. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and the slow lowering is also the part of the rep where the elbows most want to leave the wall.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so these sets do count towards your weekly biceps total even though the loads are small.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which fits this exercise well; the natural stopping point is when contact breaks, and that is a better cue than grinding.
Where it fits in your split
At the end of a pull or arm session, after the heavier work.
On push, pull and legs it belongs on pull day as the last biceps movement. On a bro split it finishes the arm work. On an upper and lower split it can sit in either upper session as light accessory work. On a full body programme it earns a place mainly when equipment is limited and a wall is all you have.
It should not be your main curl. The loads are too low to be an efficient use of a session for someone whose technique is already reasonable, and the exercise is quite fatiguing per unit of weight moved.
Where it earns its keep is as a corrective. Spend four weeks doing your last curl set against a wall and you will find that your standing curls tighten up on their own, because you have re-established what elbow flexion is supposed to feel like without the rest of your body joining in.
Once a week is enough. If you have a preacher bench available, that does the same job with better arm support and more comfort, and it is the more practical long term answer.
Variations worth knowing
The wall strict hammer curl uses a neutral grip in the same position, which most walls accommodate more comfortably and which shifts some load onto the brachialis and brachioradialis.
The preacher curl replaces the wall with a pad under the upper arms and achieves the same removal of swing with much better support, which makes it the more sustainable choice.
The standing strict dumbbell curl is the same movement without the wall, relying on your own discipline, which is fine once the wall has recalibrated you.
The spider curl, performed face down over an incline bench, is another way of making cheating physically impossible while loading the contracted position.
The cable curl keeps constant tension with the elbows pinned at the sides and needs no wall at all.
And the single arm wall curl lets you watch one elbow at a time, which is the easiest way to catch the side that cheats.
What the evidence says
Marcolin and colleagues compared curl variants and found that arm and hand position measurably change the contribution of the biceps brachii and brachioradialis, which supports choosing a grip here based on comfort rather than assuming one is superior.
Lehman examined grip width and forearm pronation and supination during pressing and found forearm position changes muscle contribution, which generalises to why the palms up and neutral versions of this curl feel different.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which is the reason to lower all the way to straight arms rather than stopping where the wall makes it comfortable.
Schoenfeld and Grgic reviewed range of motion and muscle development and reached broadly similar conclusions in favour of longer ranges.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why light strict sets still count towards your weekly total.
Refalo and colleagues found training close to failure is not required for hypertrophy, which supports stopping when wall contact breaks rather than grinding through with a compromised position.
Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting the deliberate three second lowering.
Common questions
Why is my weight so much lower than normal?
Because your normal curl was using your hips, torso and shoulders more than you realised. Removing those contributions typically costs thirty to forty per cent of the load. That is information about your standing curl, not a problem with this one.
Is stricter always better?
No. A curl with a small amount of body English still trains the biceps, and total hard sets matter more than technical purity. The reason to use a wall is to recalibrate when your form has drifted badly, not because strictness is a virtue in itself.
Should I use a palms up or neutral grip?
Whichever the wall lets you keep contact with. A fully supinated grip puts the elbows in a slightly different position and some people find the contact awkward, in which case a neutral grip works and simply shifts a little more load to the brachialis and brachioradialis.
Is this just a preacher curl without a bench?
Broadly, yes, and if you have a preacher bench you should use it. The preacher supports the upper arms properly, is more comfortable, and lets you load more. The wall version exists because a wall is available everywhere and costs nothing.
How long should I use it for?
A few weeks as a corrective, or as a light finisher once a week indefinitely. It is not a good primary curl because the loads are capped so low, but it is an excellent way to remind yourself what the exercise is meant to feel like.
