Wall Sit

How to perform it

With your back flat against a wall, slide down until your thighs are parallel to the floor and hold the position for time.

  1. Stand with your back against a flat wall.
  2. Walk the feet out about half a metre.
  3. Set the feet hip to shoulder width apart.
  4. Slide down the wall until the thighs are parallel to the floor.
  5. Adjust the feet so the knees sit directly above the ankles.
  6. Press the whole back flat against the wall.
  7. Rest the hands on the thighs or fold the arms.
  8. Keep the weight through the whole foot.
  9. Breathe steadily and hold for the target time.
  10. Push through the feet to stand back up.

Common mistakes

Knees pushed too far forward

If the knees sit ahead of the ankles the position becomes needlessly uncomfortable. Walk the feet out further.

Not reaching parallel

A shallow hold is much easier and does far less. Get the thighs level with the floor.

Holding your breath

Long holds with a held breath spike blood pressure for no benefit. Breathe throughout.

Resting the hands on the thighs and pushing

Pushing down through the arms unloads the legs. Keep the hands light or fold them.

Treating it as a leg builder

It builds tolerance to a position, not size. Use it for what it does.

One foot lifted, which roughly doubles the demand on the working leg.

A static hold in the bottom of a split squat, adding a balance demand.

Air squat

The moving version of the same pattern, better for general leg training.

A loaded squat with a hold at the bottom, which combines load with an isometric.

What the wall sit actually trains

A wall sit is an isometric hold in which you stand with your back flat against a wall and slide down until your thighs are parallel to the floor, holding that position for time.

The quadriceps do almost all of the work, contracting continuously at a fixed length to stop the knees bending further. The gluteals contribute modestly, the calves stabilise the ankle, and the abs and erector spinae hold the torso against the wall.

The word to focus on is isometric. Nothing moves. The muscle produces force without changing length, and that changes what the exercise gives you.

Isometric training does build strength, but mostly at and around the joint angle you train. Hold at ninety degrees of knee flexion and you get stronger near ninety degrees of knee flexion. That is a genuine adaptation and a narrow one.

It also builds local muscular endurance well, because a continuous contraction restricts blood flow and forces the muscle to work under accumulating fatigue.

What it does not do is drive meaningful muscle growth. Schoenfeld and Grgic's review of range of motion found fuller ranges of movement generally produce better hypertrophy, and a wall sit has no range at all. There is no eccentric, no concentric, no lengthening under load and no progressive loading beyond adding seconds or a plate on your thighs.

That is not a criticism. It is a description. Wall sits are good for isometric endurance and they turn up constantly in knee rehabilitation for the sensible reason that they load the quadriceps hard without asking the joint to move. Judge them on that.

Setting up and executing

Stand with your back against a flat wall and walk the feet out about half a metre.

Set the feet hip to shoulder width apart, then slide down the wall until your thighs are parallel to the floor.

Adjust the feet so the knees sit directly above the ankles. If the knees are ahead of the ankles, walk the feet out further; if they are behind, bring them in. This one adjustment decides whether the hold is uncomfortable or merely hard.

Press the whole back flat against the wall. Rest the hands lightly on the thighs or fold the arms across your chest.

Breathe steadily throughout and hold for your target time, then push through the feet to stand back up.

The mistakes that cost you the most

Knees pushed too far forward is the setup error that makes people hate this exercise. Escamilla's analysis of knee biomechanics during the squat describes how joint forces rise as the knee travels further into flexion under load, and in a static hold you sit in that position for a minute at a time rather than passing through it. Walk the feet out until the shins are vertical.

Not reaching parallel is the cheat that makes a hard hold easy. A few centimetres higher and the leverage changes completely. Thighs level with the floor.

Holding your breath is common on long isometrics and worth avoiding, since a sustained contraction with a held breath raises blood pressure sharply for no additional training benefit. Keep breathing.

Resting the hands on the thighs and pushing down through the arms quietly unloads the legs. Fold the arms if you catch yourself doing it.

And treating it as a leg builder is the framing error. It will make your quads burn, and burning is not growing.

Sets, reps and rest by goal

This is measured in seconds, not repetitions.

For muscle gain, three holds of thirty to sixty seconds with a minute of rest, understanding that the contribution to growth is small and this is a finisher rather than a driver. For strength, three holds of twenty to forty seconds with ninety seconds rest, with a plate on the thighs if bodyweight is easy. In a fat loss phase, three holds of forty five to ninety seconds with forty five seconds rest.

Progress by adding a plate rather than by adding minutes. A three minute wall sit is an exercise in stubbornness; a sixty second hold with twenty kilos on your lap is training. Once you pass a minute at bodyweight, load it or move to a single leg version.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is worth noting mainly to explain why time spent here does not substitute for time spent squatting.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure. On a hold, the equivalent is stopping when the position starts to slide rather than when you collapse.

Where it fits in your split

At the end of a lower body session, as a finisher.

On push, pull and legs it closes legs day. On a bro split it is a burnout after the main work. On an upper and lower split it goes at the end of the lower session. On a full body programme it is a quick finisher needing nothing but a wall. On a bodyweight programme it is a useful isometric to sit alongside the moving work.

There are three situations where it earns its place properly.

The first is rehabilitation, where loading the quadriceps without moving the knee is often exactly what is wanted. This is where wall sits and their close relative the Spanish squat genuinely belong, and where most of their use in practice comes from.

The second is skiing, climbing and similar activities that demand sustained bent knee positions. Training the specific thing you need is reasonable.

The third is when you have no equipment and no space and want your legs to work hard for two minutes. It does that reliably.

Outside those, it is a pleasant burn at the end of a session and not much more.

Variations worth knowing

The single leg wall sit lifts one foot off the floor and roughly doubles the load on the working leg, which is the best equipment free progression.

The weighted wall sit rests a plate or a dumbbell on the thighs, which is the only way to genuinely add load rather than time.

The Spanish squat replaces the wall with a band behind the knees anchored in front of you, allowing an upright torso and a similar quadriceps demand. It is a staple of knee rehabilitation and is worth knowing about.

An isometric split squat hold takes the same idea into a staggered stance, adding balance and single leg demand.

The air squat is the moving version of the same pattern and is a better choice for general leg training, since it takes the joints through a range.

And a goblet squat with a two or three second pause at the bottom combines a loaded squat with an isometric, which for most people is a more productive use of the same minutes.

What the evidence says

Schoenfeld and Grgic reviewed range of motion and muscle development and found that fuller ranges generally produce better hypertrophy, which is the clearest reason to treat a zero range hold as endurance and rehabilitation work rather than a growth driver.

Escamilla's analysis of knee biomechanics during the dynamic squat describes how forces at the knee change with joint angle, which explains why foot placement matters so much in a static hold, since you sit in one angle rather than passing through many.

Escamilla and colleagues compared technique variations across the squat and leg press and found that where the feet and knees sit relative to each other substantially changes joint loading, which is the practical basis for keeping the shins vertical.

Schoenfeld's review of squatting kinematics describes the balance between hip and knee extension across squat positions, which is why a wall sit with the back supported becomes an almost purely quadriceps exercise.

Vigotsky and colleagues cautioned that muscle activity measurements do not straightforwardly indicate muscle growth, which is worth remembering whenever an isometric is promoted on the basis of how much burn it produces.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and together they explain why holds are a supplement to loaded squatting rather than a replacement for it.

Common questions

Do wall sits build muscle?

Very little past the first few weeks of training. There is no range of motion, no eccentric and almost no way to progress the load, and reviews of range of motion consistently find fuller ranges produce better growth. They build isometric endurance and tolerance to a bent knee position, which are useful but different things.

How long should I hold one?

Thirty to sixty seconds is the useful window. Beyond that you are training your patience more than your legs. If a minute is easy, add a plate on your thighs or lift one foot rather than adding time.

Why does it burn so much if it does not build muscle?

Because a continuous contraction restricts blood flow to the working muscle, so metabolites accumulate quickly. That sensation reflects local fatigue rather than a growth stimulus, and Vigotsky and colleagues make the related point that measures of muscle activity do not translate directly into hypertrophy.

Where should my knees be?

Directly above your ankles, with the shins vertical. If they drift forward you sit in a deeper knee angle for the whole hold, which makes the position needlessly uncomfortable. Walk your feet further from the wall until the shins are upright.

Should I do wall sits or air squats?

Air squats, if you want general leg training, because they take the joints through a range. Wall sits, if you specifically want isometric endurance, are working around a knee that does not tolerate movement well, or have thirty seconds and a wall. They answer different questions.
