How to perform it
Hold a medicine ball at your chest, squat to depth and drive up explosively, throwing the ball to a target on the wall and catching it on the way down.
- Stand about an arm's length from the wall.
- Hold the ball at chest height with the elbows tucked.
- Set the feet shoulder width with the toes slightly out.
- Squat down until the hips pass below the knees.
- Keep the chest up and the ball against your chest.
- Drive up hard through the whole foot.
- Release the ball towards the target as the hips extend.
- Keep your eyes on the target and the ball.
- Catch the ball with soft arms as it comes down.
- Absorb it into the next squat without pausing.

Common mistakes
Shallow squats
Depth is the first thing to go and the reason the set stops working. Hips below knees on every rep.
Throwing after standing
Standing up and then throwing separates the two halves and wastes the leg drive.
Catching with straight arms
A rigid catch jars the shoulders and elbows. Let the arms bend and absorb the ball.
A ball that is too heavy
Too heavy and the throw dies, the depth vanishes and the set becomes a slow grind.
Looking down
Taking your eyes off the target loses accuracy and puts the ball on your head.

What wall balls actually train
A wall ball is a conditioning exercise in which you hold a medicine ball at your chest, squat to full depth, drive up explosively and throw the ball to a target on the wall, catching it on the way down and going straight into the next rep.
The quadriceps and glutes do the squatting and the driving, the shoulders and triceps finish the throw, and the abs and upper back hold the ball position through a movement that never stops. Almost everything is involved.
What it trains, though, is conditioning. The ball is light. Nine kilos in your hands is not a training load for a squat, and no amount of repetition changes that. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and a set of wall balls is not a hard set for your legs no matter how much your legs hurt afterwards.
Where wall balls genuinely earn their reputation is as one of the most efficient ways to raise your heart rate that exists. There is a reason they appear in every conditioning workout ever written. The movement is continuous, it uses a huge amount of muscle at once, it goes from a deep squat to an overhead reach on every rep, and there is nowhere to hide. Twenty unbroken reps will do more to your breathing than almost anything else you can do with one piece of equipment.
They are also unusually low in technical risk for something this hard. Nothing lands on you, nothing has to be caught in a compromised position, and the failure mode is putting the ball down.
The one caveat is the shoulders. Kolber and colleagues reviewed shoulder complaints in resistance training and flagged overhead positions worth care, and wall balls put you overhead repeatedly while fatigued. If that bothers you, throw to a lower target.
Setting up and executing
Stand about an arm's length from the wall, holding the ball at chest height with the elbows tucked underneath it.
Set your feet shoulder width with the toes slightly turned out.
Squat down until the hips pass below the knees, keeping the chest up and the ball against your chest rather than drifting forward.
Drive up hard through the whole foot, and release the ball towards the target as your hips extend. The throw and the stand are one movement, not two.
Keep your eyes on the target and on the ball.
Catch the ball with soft arms as it comes down and absorb it straight into the next squat, without pausing at the top.
The mistakes that cost you the most
Shallow squats are the fault that empties the exercise, and depth is always the first thing to go. Around rep eight the hips stop passing the knees, the reps get faster, and the set looks like it is going well while the leg contribution quietly disappears. Kubo and colleagues found that squat depth changes which muscles grow, with deeper squatting producing greater gains in the muscles that matter here. Pallares and colleagues found the same principle across the literature: full range beats partial.
Throwing after standing separates the two halves and wastes the leg drive completely. The ball should leave your hands as the hips finish extending, carried by the momentum of the squat.
Catching with straight arms jars the shoulders and elbows on every rep. Let the arms bend and receive the ball, then flow into the squat.
A ball that is too heavy kills the throw, then the depth, then the pace, and the set becomes a slow grind that trains neither conditioning nor anything else.
And looking down loses the target, which is how people end up catching the ball with their face.
Sets, reps and rest by goal
Programme these as intervals, at the end of a session, with rest that lets you keep the depth.
If muscle gain is your goal, three sets of twelve to fifteen with two minutes rest. That is a conditioning dose that will not eat too far into your recovery.
For strength, three sets of eight to ten with two minutes, kept brief and used to maintain work capacity rather than build it.
In a fat loss phase, five sets of fifteen to twenty with ninety seconds rest is a genuinely hard session and one of the better uses of fifteen minutes in a gym.
Ball weight should be light enough to hit the target on the last rep.
Refalo and colleagues found lifting sets stopped short of failure produced comparable hypertrophy to sets taken to failure. Applied here, the useful stopping rule is depth: when your hips stop passing your knees, the set is finished, whatever the number on the plan said.
Progress by reps, by unbroken sets or by shorter rest, and only then by ball weight.
Where it fits in your split
At the end of a session, and not the day before you squat.
On push, pull and legs it works as a finisher on push day, deliberately kept away from leg day. On an upper and lower split it fits at the end of a full body session. On a bro split it is a conditioning block on a lighter day. On a full body programme it is an efficient finisher, though it will show up in your squats two days later.
That last point is the real constraint. Wall balls produce a lot of eccentric work through the legs, because you catch and absorb a ball on every rep, and the soreness lingers longer than it does after squats.
Schoenfeld's review of squatting kinematics describes how load distributes across the hip, knee and ankle through a squat, which is the pattern being repeated here dozens of times per set.
Twice a week is comfortable. Three times is where most people start noticing it in their leg training.
Variations worth knowing
The dumbbell thruster is the same squat into overhead drive with dumbbells, removing the throw and the catch and making it easier to load properly.
The barbell thruster loads a front squat into an overhead press and trains strength as well as conditioning, at the cost of far more technical demand.
The medicine ball squat clean drops the ball and catches it in the bottom of the squat, adding a receiving skill and a different rhythm.
A front squat holding the ball at your chest, with no throw at all, is the version to learn first if the pattern is new.
Throwing to a lower target keeps the legs working exactly as hard and spares the shoulders, which is the sensible modification for anyone whose shoulders dislike overhead work.
And the jump squat trains the same leg drive with no ball and no wall, which makes it the fallback anywhere.
What the evidence says
The pool here is a resistance training pool, so what follows applies general principles rather than pretending these studies examined wall balls.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the clean argument for logging wall balls as conditioning rather than as leg volume.
Kubo and colleagues found that squatting to different depths produced different patterns of muscle growth, with deeper squats favouring the muscles that do the work here, which is the reason depth is worth defending as fatigue builds.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, reinforcing the same point from a broader base of evidence.
Schoenfeld's review of squatting kinematics describes how the hip, knee and ankle share load through the squat, which is the mechanism you are repeating on every rep and absorbing on every catch.
Refalo and colleagues found sets stopped short of failure produced comparable hypertrophy to sets taken to failure, supporting a stopping rule based on movement quality rather than on grinding out a target number.
McGill's work on core training emphasises stiffness and bracing so the trunk can transmit force, which is exactly what keeps the ball at your chest through the bottom of a fatigued squat.
And Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified overhead positions worth treating carefully, which is the argument for a lower target if repeated overhead throwing bothers you.
Common questions
How heavy should the ball be?
Light enough that you can hit the target on the last rep of the last set. Most people pick too heavy, lose their depth by rep eight and turn a fast conditioning exercise into a slow grind. If the throw is dying, the ball is wrong.
Do wall balls build legs?
No. The ball is far too light to be a training load for a squat, and repetition does not fix that. They make your legs very sore, mostly from catching and absorbing the ball dozens of times, which is muscle damage rather than growth. Squat with a bar for legs.
How is this different from a thruster?
A thruster presses the weight overhead and lowers it under control; a wall ball throws it and catches it. The throw makes the movement continuous and much more of a conditioning exercise, while the thruster can be loaded heavily enough to build strength. Different tools.
Why do my shoulders ache during long sets?
Because you are going overhead repeatedly while fatigued, often catching with straight arms. Soften the catch, keep the elbows underneath the ball and consider throwing to a lower target. The legs will get exactly the same session.
Should I do them before or after lifting?
After, always, and preferably not the day before a heavy squat session. The eccentric load from catching the ball produces soreness that lingers, and it will cost you more in your leg training than it gains you in conditioning.
