How to perform it
Standing or lying on your side, raise one leg out to the side against a band or ankle weight with the toes pointing forward.
- Stand tall, or lie on your side with the legs stacked.
- Loop a band around the ankles or fit an ankle weight.
- Square the hips and keep the pelvis level.
- Brace the abdominal wall lightly.
- Point the toes of the working leg straight ahead.
- Raise the leg out to the side in line with your body.
- Stop at roughly forty five degrees.
- Hold the top position for one second.
- Keep the torso upright rather than leaning away.
- Lower the leg slowly over three seconds.

Common mistakes
Turning the toes out
External rotation lets the hip flexors and tensor fasciae latae take over from gluteus medius.
Leaning the torso away
Tipping the body sideways gives the illusion of range while the hip barely moves.
Raising too high
Past about forty five degrees the pelvis tilts and the movement stops being hip abduction.
Letting the leg drop
The lowering phase is half the exercise and takes no extra time to control.
Expecting injury insurance
Abduction work strengthens a muscle. It is not a guarantee against knee or hip problems, whatever the internet says.

Variations and swaps
Side lying hip abduction
Lying on your side, which removes balance and loads the hip against gravity directly.
Cable hip abduction

Stepping sideways under band tension, which keeps the hip loaded continuously.

What side hip abduction actually trains
Side hip abduction is an isolation exercise in which you raise one leg away from the midline against a band, an ankle weight or gravity, either standing or lying on your side.
Gluteus medius is the main target, with gluteus minimus underneath it and tensor fasciae latae at the front. These muscles sit on the side of the hip and their day job is not raising your leg at all. It is holding your pelvis level when you stand on one foot, which you do every time you take a step.
That distinction is the most useful thing to understand here. When you walk, run or squat on one leg, the abductors work isometrically on the standing side to stop the opposite hip dropping. Training them by lifting a leg into the air is a reasonable way to strengthen them, but it is not the task they perform.
The toe position matters more than anything else in the movement. Turning the foot outwards recruits tensor fasciae latae and the hip flexors instead, which is easier and feels like more range. Keeping the toes pointing forward, or even slightly inwards, keeps the work on gluteus medius.
Expectations need managing too. This will not change how your legs look. The muscles are small, the loads are trivial and the arguments made for hip abduction work as a cure for knee pain, hip pain and running injuries run far ahead of what has been demonstrated. Vigotsky and colleagues cautioned specifically against reading too much into activation data, and a great deal of the enthusiasm around gluteus medius training rests on exactly that.
It is a cheap, quick, low fatigue accessory. That is enough to justify it without inflating the claims.
Setting up and executing
Stand tall, or lie on your side with your legs stacked and your head supported. Lying removes balance and loads the hip more directly.
Loop a light band around your ankles or fit an ankle weight. Bodyweight alone is fine for the side lying version at first.
Square your hips, keep the pelvis level and brace the abdominal wall lightly.
Point the toes of the working leg straight ahead and keep them there.
Raise the leg out to the side, in line with your body rather than drifting forward, and stop at roughly forty five degrees. Hold for a second.
Lower slowly over three seconds. Do not let the leg fall back.
The mistakes that cost you the most
Turning the toes out is the fault that quietly ruins this exercise. It rotates the femur so that tensor fasciae latae and the hip flexors can contribute, which makes the movement easier and the range larger while doing less for the muscle you were aiming at. Toes forward, every rep.
Leaning the torso away is the same trick performed with the upper body. Tipping sideways creates the appearance of a big leg raise when the hip has barely moved. Stay upright and let the range be smaller.
Raising too high produces the third version of the same problem. Beyond roughly forty five degrees the pelvis starts tilting and the movement is no longer hip abduction. Pallares and colleagues found full range training generally beats partial range work, but the relevant range here is what your hip actually has, not how far your foot travels.
Letting the leg drop discards the lowering phase, which costs nothing to control and is half of every rep.
And expecting injury insurance is a mistake of framing. Strengthening a muscle is worth doing. Presenting it as protection against knee and hip problems is a claim the evidence does not support.
Sets, reps and rest by goal
High reps, light resistance, short rest. This is not a loading exercise.
For muscle gain, three sets of fifteen to twenty five per side with forty five seconds rest. For strength, three sets of twelve to twenty with a minute. In a fat loss phase, three sets of twenty to thirty with thirty seconds.
The honest version is that these numbers are close enough to interchangeable. Do two or three sets per side, use a resistance that makes the last few reps genuinely difficult, and control the tempo.
Progression comes from band tension or ankle weight rather than reps beyond about thirty. Once you can do forty repetitions, the exercise has become endurance work and you should add resistance or move to a cable or machine version.
Refalo and colleagues found training to failure and stopping short produce comparable hypertrophy, which matters here mostly because the last few reps of an abduction set tend to be the ones where your torso starts leaning.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, though it is worth being clear that this exercise is not where meaningful leg size comes from.
Frequency is the sensible lever. Two or three short exposures a week beat one longer session.
Where it fits in your split
In the warm up before lower body work, or at the end of a session.
On push, pull and legs it fits on legs day at either end. On a bro split it works as a warm up before squatting or as a finisher. On an upper and lower split it belongs in either lower session as a brief accessory. On a full body programme it costs almost nothing to add, since a band fits in a pocket.
As a warm up it has a real case. Two light sets before squatting takes a minute, and many people find their hips settle sooner in the first working set.
As training in its own right, keep the ambitions modest. Speirs and colleagues compared unilateral and bilateral squat training and found both improved strength and athletic measures, and Liao and colleagues reached a similar conclusion. Loaded single leg work already demands a lot of the abductors, since they keep your pelvis level under real weight. If you squat, lunge and do split squats, you are already training these muscles more than a band ever will, which makes abduction work a supplement rather than a necessity.
Variations worth knowing
Side lying hip abduction removes balance entirely and loads the hip against gravity through a clean arc, which makes it the better version for actually feeling the muscle.
Cable hip abduction with an ankle strap on a low pulley gives you proper progressive loading, which bands cannot.
The seated abduction machine is the heaviest option available, pushing the knees apart against pads, and it is the right choice if you want to load these muscles seriously.
Banded lateral walks keep the hip under tension continuously across many steps, which trains the muscles closer to how they are used.
The Copenhagen plank trains the adductors on the other side of the hip, and is a sensible partner exercise.
And single leg squats load the abductors isometrically under real weight, which is the task they exist for.
What the evidence says
Vigotsky and colleagues cautioned that surface electromyography amplitudes cannot be treated as direct measures of training effect, which is directly relevant because most claims about gluteus medius exercises are built on activation rankings.
Speirs and colleagues compared unilateral and bilateral squat training in trained rugby players and found both produced improvements in strength, sprint and agility measures, which shows how much single leg loading already does for the hip.
Liao and colleagues reviewed unilateral and bilateral resistance training and found broadly comparable outcomes across strength, jump and change of direction measures, reinforcing that neither format is uniquely necessary.
McGill's work on core training emphasises that stabilising musculature is trained by resisting unwanted motion, which is a better description of what the hip abductors do in life than any leg raising drill.
Pallares and colleagues found full range training generally outperformed partial range training, though the practical range here is limited by the pelvis rather than by ambition.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is a reminder to spend most of your sets on exercises that will actually change your legs.
Refalo and colleagues found comparable hypertrophy from failure and near failure training, so end these sets on quality rather than exhaustion.
Common questions
Why do my toes need to point forward?
Because turning the foot out rotates the femur and lets tensor fasciae latae and the hip flexors take over. The range feels bigger and the target muscle does less. Toes forward, or very slightly turned in, keeps the work where you want it.
How high should the leg go?
About forty five degrees. Past that the pelvis tips and the extra travel is coming from your spine and hips moving as a unit, not from the hip joint abducting. A smaller honest range beats a larger fake one.
Will this stop my knee hurting?
It might help, and it might not. Strengthening the hip abductors is reasonable and low risk, but the claim that it reliably resolves knee pain is far ahead of the evidence. Treat it as one sensible thing to try, not as a fix.
Standing or lying on my side?
Lying, if you want to feel the muscle. It removes the balance element and loads the hip through a clean arc against gravity. Standing is more convenient and works fine with a band, but it invites the torso lean that makes the exercise easy.
Do I need this if I already squat and lunge?
Not really. Single leg loaded work already demands a great deal from the abductors, since they hold your pelvis level under load. Add abduction work if you enjoy it, if your hips feel better for it, or as a warm up. Do not add it at the expense of the loaded work.
