How to perform it

Lying on your back, roll the hips up over the shoulders and support the lower back with both hands, holding the legs above you.

  1. Lie on your back with the arms by your sides on a mat.
  2. Bend the knees and bring them towards the chest.
  3. Roll the hips upward using the abs rather than a swing.
  4. Place both hands on the lower back with the fingers pointing up.
  5. Tuck the elbows in close underneath you for support.
  6. Press the upper arms and shoulders into the floor.
  7. Extend the legs upward or hold them at a slight angle.
  8. Stack the hips directly above the shoulders.
  9. Keep the head still and the weight off the neck.
  10. Hold, then lower one vertebra at a time back to the floor.

Common mistakes

Loading the neck

The weight belongs on the shoulders and upper arms. If you feel pressure in the neck, come down and rebuild the position.

Kicking up with momentum

Throwing the legs over gets you there but skips the control that makes the movement worth doing.

Elbows splayed wide

Wide elbows give the hands no leverage and the position collapses. Tuck them in underneath you.

Turning the head while inverted

The neck is loaded and half flexed. Keep the head still until the hips are back down.

Expecting it to build abs

The abs get you into position and then hold it. That is a small stimulus compared with loaded flexion work.

Variations and swaps

Tuck shoulder bridge

Knees held towards the chest instead of legs extended, which is the easier entry position.

Candlestick roll

Rolling into and out of the position repeatedly, which trains the transition rather than the hold.

Reverse crunch

The same hip roll without the support, and a far better abdominal exercise.

Plough position

Legs lowered over the head towards the floor, which is a mobility position rather than a strength one.

Hollow hold

The supine anti-extension hold, which builds the trunk control this position rewards.

Glute bridge

A completely different exercise despite the similar name, lifting the hips from a feet down position.

What the shoulder bridge actually trains

A shoulder bridge is an inverted supine hold in which you roll the hips up over the shoulders, support your lower back with both hands, and hold the legs above you.

Getting into it is abdominal work. The rectus abdominis and the hip flexors, psoas major, iliacus and rectus femoris, roll the pelvis up off the floor, with the obliques controlling any wobble to the side. Once you are up, the job changes. The abdominal wall and the erector spinae work together to hold the trunk in a stable line, the glutes and hamstrings hold the hips extended, and the shoulders, triceps and forearms carry the support through your hands.

So the honest description is that this is a position, not a muscle building exercise. The entry costs you a few seconds of trunk work and the hold is largely a matter of balance and support once you are there.

That is worth stating plainly, because the shoulder bridge is often listed among abdominal exercises and it is a weak one. There is no meaningful way to load it, the abdominal contribution is brief, and the limiting factors are shoulder comfort, neck tolerance and skill rather than abdominal strength.

What it is good for is different and real. It teaches you to roll the spine segmentally rather than lurching, and it builds familiarity with being upside down, which is groundwork for anything inverted.

The neck deserves attention. In this position the cervical spine is flexed and carrying part of your bodyweight. The weight should sit on the shoulders and upper arms, with the hands taking as much as possible. If you feel pressure in your neck rather than your shoulders, the position is wrong and continuing is not worth it.

Setting up and executing

Lie on your back on a mat with the arms by your sides.

Bend the knees and draw them towards the chest, then roll the hips upward using the abdominal muscles rather than a swing of the legs.

Place both hands on the lower back with the fingers pointing upwards, and tuck the elbows in close underneath you. Wide elbows give you no leverage.

Press the upper arms and shoulders down into the floor, and extend the legs upward, or hold them at a slight angle if that is more comfortable.

Stack the hips directly above the shoulders. Keep the head still and the weight off the neck.

Hold, then lower one vertebra at a time back to the floor rather than dropping out of the position.

The mistakes that cost you the most

Loading the neck is the one mistake that matters more than the others. If the pressure is in your neck rather than your shoulders and upper arms, come down. Rebuild with the elbows tucked closer and more weight through the hands, or use a folded towel under the shoulders to reduce the neck angle.

Kicking up with momentum is the shortcut everyone takes. It gets you there but it skips the segmental roll, which is the actual training content of the entry.

Elbows splayed wide leaves the hands with no leverage, so the position collapses towards the neck. Tuck them underneath you before you commit.

Turning the head while inverted is worth avoiding entirely. The neck is loaded and part flexed, and rotating it under load is an unnecessary risk. Keep the head still and look straight up.

And expecting it to build abdominal muscle will leave you disappointed. Escamilla and colleagues found substantial differences between abdominal exercises in how much they involve the muscles, and the ones that produce loaded flexion through a range are not positions like this.

Sets, reps and rest by goal

Treat it as skill practice rather than a training set.

For muscle gain, three sets of eight to twelve controlled roll ups with a minute rest, focusing on the entry rather than the hold. For strength, three holds of twenty to forty seconds with a minute. In a fat loss phase, three sets of ten to fifteen roll ups with forty five seconds.

Notice that the useful version for muscle is the entry, repeated. Rolling up and down under control is the part with an abdominal demand; sitting in the position is not.

Progression comes from control, not from load. A slower roll, a pause halfway, legs extended rather than tucked, or a longer descent all make it harder. None of them makes it a hypertrophy exercise, and pretending otherwise wastes training time.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is exactly why an unloadable position contributes little to abdominal growth.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, so there is no argument for pushing a hold until the position degrades. Come down while it is still clean.

Frequency can be high, because the fatigue cost is close to zero.

Where it fits in your split

At the end of any session, or in a separate mobility slot.

On push, pull and legs it fits at the end of any day. On a bro split it belongs on ab day or as a standalone practice. On an upper and lower split it fits the full body session. On a full body programme it works as a short daily practice. On a bodyweight programme it is useful groundwork for inverted skills.

Do not use it as a warm-up before heavy overhead work. The shoulder position is not a preparation for pressing, and a loaded cervical spine before a heavy session is a poor choice.

Whether you need it depends entirely on your goals. If you train for handstands, rings or anything inverted, the position is a genuine building block. If you lift weights and want a stronger abdominal wall, this exercise does almost nothing for you and a weighted crunch or hanging leg raise will do far more.

There is no harm in doing it. There is a cost in doing it instead of something productive.

Variations worth knowing

The tuck shoulder bridge keeps the knees towards the chest rather than extending the legs, which lowers the balance demand and is the correct entry point.

The candlestick roll moves in and out of the position repeatedly, training the transition, which is the part with the real abdominal demand.

The reverse crunch performs the same hip roll without any hand support and without going fully inverted, and is a considerably better abdominal exercise.

The plough position lowers the legs over the head towards the floor, which is a mobility position rather than a strength one and should be treated as such.

The hollow hold builds the trunk control that makes this position feel stable, and is the better use of your time if strength is the aim.

And the glute bridge, despite the similar name, is a completely different exercise: hips lifted from a feet down position, training the glutes and hamstrings rather than anything inverted.

What the evidence says

McGill's review of core training argues for trunk work that resists unwanted motion and is candid that the transfer from core exercises to performance is often smaller than claimed, which is worth applying to a position drill like this one.

Escamilla and colleagues compared traditional and non-traditional abdominal exercises and found substantial differences between them, which supports building abdominal training around a few loadable movements rather than a collection of positions.

A further study from Escamilla and colleagues on Swiss ball and traditional abdominal exercises found that a more precarious or unusual position does not automatically increase abdominal involvement.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as measures of growth potential, so activation figures quoted for unusual positions prove less than they seem to.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and an exercise with no way to add load struggles to contribute to that total.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, so ending the set while the position is clean costs you nothing.

Pallares and colleagues found full range training produced better adaptations than partial range work, which supports rolling all the way up and all the way down rather than working in a small comfortable band.

Common questions

Is this the same as a glute bridge?

No, and the shared name causes constant confusion. A glute bridge is performed with the feet on the floor, lifting the hips to train the glutes and hamstrings. A shoulder bridge is an inverted position with the hips stacked above the shoulders. They have almost nothing in common.

Is it safe for my neck?

It can be, if the weight sits on your shoulders and upper arms rather than your neck. Tuck the elbows in, push through the hands, and consider a folded towel under the shoulders to reduce the angle. If you feel pressure in the neck, come down.

Will this build my abs?

Barely. The abdominal work is in the roll up, which lasts a couple of seconds. Holding the position is mostly balance and shoulder support. If a stronger abdominal wall is the goal, loaded flexion work will do far more.

How long should I hold it?

Twenty to forty seconds is ample, and shorter is fine. Length is not the variable that matters here; quality of position is. If you want more abdominal work, do more controlled roll ups instead of longer holds.

Should I be doing this at all?

If you train inverted skills or value the segmental rolling practice, yes. If you lift weights and are looking for abdominal training, it is a poor use of a slot, and something you can load would serve you better.
