How to perform it
Standing with a weight plate held in both hands at your thighs, raise it forward with slightly bent arms to shoulder height.
- Pick a light plate and hold it at the sides, roughly at three and nine o'clock.
- Stand upright with the plate resting against your thighs.
- Set the feet hip width and brace the abs.
- Set the shoulders down rather than shrugged.
- Fix a slight bend in the elbows.
- Raise the plate forward in a controlled arc.
- Keep it close to your body rather than pushing it away.
- Stop when your hands reach shoulder height.
- Pause for a beat at the top.

Picking a plate that is too heavy
Plates come in large jumps. If the first rep needs a swing, go down a size.

Using the hips to start the movement defeats the exercise. Stand still.

Holding at twelve and six makes the plate unstable. Hold at the sides.
Raising above shoulder height
Past level the traps take over and the front delt does less.
Pushing the plate away from you
Letting it drift forward lengthens the lever suddenly and stresses the shoulder.

What the plate front raise actually trains
A plate front raise is a shoulder isolation exercise where you hold a single weight plate in both hands at your thighs and raise it forward to shoulder height.
The anterior head of the deltoid does the work, with a contribution from the upper chest, some upper trap assistance at the top, and a small demand on the abs to stop the load pulling you forward.
Its distinguishing feature is the grip. Holding a plate at three and nine o'clock puts the hands in a neutral position, palms facing each other, with the forearms in a naturally comfortable orientation. That is the position most people's wrists prefer, and it is why the plate version is often the one that works for someone whose wrists dislike a straight barbell.
The second feature is that the load is self-limiting in a useful way. Plates come in fixed sizes with large jumps between them, which sounds like a disadvantage and mostly is, but the practical effect is that people rarely end up doing plate front raises with an absurd weight. The available options are a light plate, a medium plate, and one that is obviously too heavy.
Everything else about the exercise is the same as any front raise, including the most important consideration: whether you need one.
Coratella and colleagues examined muscle activity across the deltoid heads during pressing and found substantial anterior deltoid involvement throughout, increasing with bench angle. If your programme has normal pressing volume, the front delt is already well trained at loads far beyond what any raise provides, and the lateral and posterior heads are the ones with a genuine gap.
Setting up and executing
Pick a light plate and hold it at the sides, roughly at three and nine o'clock. Not at the top and bottom, which makes it unstable and hard to control.
Stand upright with the plate resting against your thighs, feet hip width, abs braced.
Set the shoulders down rather than shrugged, and fix a slight bend in the elbows.
Raise the plate forward in a controlled arc, keeping it close to your body rather than pushing it out away from you.
Stop when your hands reach shoulder height and pause for a beat.
Lower slowly over two to three seconds, stopping before the plate rests on your thighs.
The mistakes that cost you the most
Picking a plate that is too heavy is the fault the equipment encourages, because the jumps between sizes are large. If the first rep requires a swing, put it back and take the next size down. There is no shame in a small plate here.
Rocking the plate up with a hip thrust means the deltoid is not doing the work, which is the only thing this exercise is for.
Gripping at the top and bottom of the plate rather than the sides makes it unstable and puts the wrists in an awkward position, throwing away the main advantage of using a plate at all.
Raising above shoulder height passes the work to the upper traps. Kolber and colleagues identify loaded arm elevation above shoulder height among positions worth treating carefully.
And pushing the plate away from you as you raise it lengthens the lever unexpectedly, which both makes the weight feel much heavier and puts the shoulder in a less comfortable position. Keep it travelling close.
Sets, reps and rest by goal
Two sets is usually the right amount.
For muscle gain, two sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, two sets of twelve to twenty with forty five seconds.
Because the load increments are so coarse, reps and tempo are your progression tools rather than weight. Working from ten reps up to fifteen with a given plate, then stepping up a size and starting again at ten, is the sensible pattern.
Slow the descent to two or three seconds. On a short range movement with a light load, tempo does most of the work.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but the number that matters is total anterior deltoid volume including every pressing set. Add these only if that total is genuinely low.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which fits an exercise whose last reps are where the rocking starts.
Where it fits in your split
At the end of a shoulder or push session, if you are doing them.
On push, pull and legs they close push day. On a bro split they come late on shoulder day. On an upper and lower split they are rarely necessary. On a full body programme, press instead.
The specific case for the plate version is comfort. If you want front delt isolation but a barbell bothers your wrists and dumbbells feel awkward to control, this is the version that usually works. The neutral grip and the fixed shape of a plate make it the easiest front raise to perform cleanly.
The broader case for front raises at all remains narrow. Audit your weekly pressing first. If overhead and incline pressing are present in reasonable volume, the front delts are covered and the same five minutes would do more spent on lateral or rear delt work.
Once a week, two sets, is a fair ceiling.
Variations worth knowing
The dumbbell front raise offers smaller weight increments than plates and lets each arm move independently, which is useful for progression.
The cable front raise keeps tension at the bottom of the range, which neither a plate nor a dumbbell can do, and is the strongest version mechanically.
The barbell front raise allows the most load, with a fixed grip that suits some people and not others.
Rotating the plate like a steering wheel at the top adds a forearm and grip demand, and is a common gym variation, though it adds little to the deltoid work.
Continuing past shoulder height into an overhead press turns it into a compound movement that deliberately involves the traps, which is a legitimate finisher.
And the overhead press remains the compound that trains the same muscle with far more load.
What the evidence says
Coratella and colleagues examined muscle activity across the deltoid heads during pressing and found substantial anterior deltoid involvement throughout, which is why direct front delt work is usually redundant alongside normal pressing volume.
Research on raise mechanics and deltoid activation shows resistance direction and arm path change how the deltoid is loaded, supporting the general point that front raise variations differ in feel and in loaded range.
Research on grip and forearm position shows neutral grips generally place less strain on the wrist than pronated ones, which is the mechanical basis for the plate version's comfort advantage.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded arm elevation above shoulder height among positions worth treating carefully.
Studies on trunk muscle activity during standing loaded work support the small abdominal demand involved in holding a weight out in front of the body.

Common questions
Why hold the plate at the sides?
Because holding it at three and nine o'clock puts your palms facing each other in a neutral grip, which is the most comfortable wrist position and the main reason to use a plate rather than a bar. Holding at twelve and six makes it unstable and awkward.
How do I progress when the plates jump so much?
By reps first. Work from ten reps up to fifteen with a given plate, then step up a size and start again at ten. Slowing the tempo and pausing at the top are the other tools, and they matter more here than the number on the plate.
Is it better than a dumbbell or barbell version?
More comfortable for most people, because of the neutral grip and the fixed shape. Less precise to load, because of the size jumps. A cable is mechanically the best version of the exercise. Comfort is a reasonable basis for choosing this one.
Do I need front raises?
Usually not. Overhead and incline pressing train the anterior deltoid heavily at loads far beyond what a raise allows. Count your weekly pressing sets first, and if there are a reasonable number, spend the time on lateral and rear delt work instead.
How high should I raise the plate?
Until your hands are at shoulder height. Higher shifts the work to the upper traps, and the deltoid stops contributing much, so the additional range does not add anything.
