How to perform it
Pull to the top of a chin-up with a supinated grip and hold with the chin at or above bar height for time.
- Set a bar you can reach with a small jump or a box.
- Take a supinated grip at roughly shoulder width.
- Pull yourself up into the top position of a chin-up.
- Bring your chest towards the bar rather than craning the neck.
- Pull the shoulders down away from the ears.
- Squeeze the bar hard with both hands.
- Brace the abs and keep the legs still and together.
- Hold the position for the planned time.
- Keep breathing rather than holding your breath.
- Lower under control for three seconds rather than dropping off.

Common mistakes
Craning the neck
Tipping the head back to get the chin over the bar hides a position you have already lost. Keep the chest high instead.
Shrugging into the ears
Letting the shoulders ride up shifts the hold onto the upper traps and away from the back.
Sinking slowly through the hold
If you are drifting down the whole time, you are doing a slow eccentric rather than an isometric.
Holding the breath
Breath holding makes a long isometric far more unpleasant than it needs to be. Breathe shallowly and keep the brace.
Dropping off the bar
Letting go from the top wastes the eccentric and lands you badly. Lower under control.

Pull-up hold

What the isometric chin-up hold actually trains
An isometric chin-up hold is a static exercise in which you pull to the top of a chin-up with a supinated grip and hold that position for time rather than performing repetitions.
Despite sitting in the biceps section of most libraries, this is a back exercise. The latissimus dorsi, teres major, lower and middle trapezius and rhomboids are all holding you up. What makes it feel like an arm exercise is that the supinated grip puts the biceps brachii in a strong position and keeps it under a heavy static load for the entire hold, with the brachialis and brachioradialis working alongside it and the forearm flexors fighting to keep you on the bar.
So train it honestly. It loads the biceps hard, and it will make your arms burn, but the muscles doing the most work are in your back.
The second thing worth understanding is that an isometric only trains the joint angle you hold. Strength gains from static work carry over well near the position trained and much less well far from it, which means a hold at the top of a chin-up builds strength at the top of a chin-up. That is a narrow benefit compared with the full movement, which loads every angle.
Which leads to the honest use case. This is not a better exercise than a chin-up. It is a tool for two specific situations. The first is when you cannot yet do a chin-up and need a way to accumulate hard work on the pattern. The second is when you can already do plenty and want a finisher that produces a lot of tension in very little time.
If you can do full chin-ups comfortably, the full chin-up is almost always the better use of a set.
Setting up and executing
Find a bar you can reach with a small jump or a box, so getting into position does not cost you the set.
Take a supinated grip at roughly shoulder width. Wider than that puts more strain on the wrist and elbow without adding anything.
Pull yourself up into the top position of a chin-up, bringing your chest towards the bar rather than craning your neck over it.
Pull the shoulders down away from the ears and squeeze the bar hard with both hands. Brace the abs so the ribs stay down and the legs stay still.
Hold for the planned time, breathing shallowly rather than holding your breath.
When the position starts to sink, lower under control over about three seconds rather than dropping off the bar.
The mistakes that cost you the most
Craning the neck is the most common fault and the least useful. Tipping the head back to keep the chin over the bar disguises the fact that your body has already dropped. The position you are trying to hold is chest high and shoulders down, not chin up.
Shrugging into the ears moves the load from the lats and lower traps onto the upper traps. Ludewig and Reynolds described how scapular position relates to shoulder joint problems, and hanging in a shrugged, elevated position for thirty seconds is not a position worth accumulating time in. Pull the shoulder blades down and back and hold them there.
Sinking slowly through the hold means you are doing an eccentric, not an isometric. That is a different exercise, and if you cannot hold still the time target is too long.
Holding your breath makes a long static effort far worse than it needs to be. Keep the brace and breathe in the top few centimetres of your lungs.
And dropping off the bar wastes the descent, which is free training, and lands you awkwardly. Lower under control every time.
Sets, reps and rest by goal
Programme this in seconds, not reps.
For muscle gain, three sets of fifteen to thirty seconds with ninety seconds rest. For strength, four sets of ten to twenty seconds with two minutes, adding load with a belt once bodyweight becomes straightforward. In a fat loss phase, three sets of twenty to forty seconds with a minute.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the awkward truth is that a static hold accumulates far less mechanical work per set than a set of full chin-ups. Treat these sets as a supplement to your pulling volume, not as the bulk of it.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and the equivalent here is ending the hold when your position starts to break rather than when you fall off the bar.
Where it fits in your split
At the end of a pulling session, as a finisher.
On push, pull and legs it belongs on pull day after the rows and pulldowns. On an upper and lower split it goes at the end of the upper sessions. On a bro split it fits on back day or arm day. On a full body programme it is a quick finisher needing nothing but a bar.
There is one exception to the finisher rule. If you are working towards your first chin-up, put the holds early in the session when you are fresh, because then they are the main event rather than an extra. In that context, holds and slow negatives are the two most effective tools available, and they belong at the start.
For everyone else the ordering is straightforward. Do your rows, pulldowns and full chin-ups first, since those produce more total work, and finish with holds if you want extra tension on the biceps and lats with almost no equipment.
Variations worth knowing
The pull-up hold uses a pronated grip, which reduces the biceps contribution and shifts a little more of the load onto the back and forearms.
The chin-up negative replaces the static hold with a slow lowering, covering every joint angle rather than one, which is usually the better choice when building towards a first chin-up.
The weighted chin-up hold adds a belt or vest once bodyweight holds stop being challenging, which is the correct way to progress once thirty seconds is comfortable.
A mid-range chin-up hold, with the elbows at roughly ninety degrees, is considerably harder than the top position and trains the sticking point instead.
The dead hang holds the bottom position, which trains grip and loads the shoulder rather than the elbow flexors.
And the full chin-up is the dynamic version, which does far more total work per set and should be the main dish whenever you can perform it.
What the evidence says
Doma and colleagues compared chin-ups with lat pulldowns and found meaningful differences in muscle activation and kinematics between them, confirming that a chin-up is a back movement in which the elbow flexors take a substantial share of the load.
Youdas and colleagues recorded surface electromyography during pull-ups, chin-ups and a rotating handle variation, and found the supinated chin-up grip produced greater biceps brachii activity than the pronated pull-up, which is why this hold feels like an arm exercise.
Dickie and colleagues analysed muscle activation across pull-up variations and found grip and hand position shift the balance between the latissimus dorsi and the elbow flexors, supporting the choice of a supinated grip when the biceps are part of the goal.
Lehman and colleagues examined muscle activation across latissimus dorsi exercises and found grip variations changed activation less dramatically than commonly claimed, which is a reason not to overthink hand spacing here.
Ludewig and Reynolds reviewed the association between scapular kinematics and shoulder joint pathologies, which supports holding the shoulder blades down and back rather than hanging in an elevated, shrugged position.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together explain why holds are a supplement rather than a replacement for full pulling work.
Common questions
Is this a biceps exercise or a back exercise?
A back exercise that loads the biceps hard. The lats, teres major and mid back are holding your bodyweight; the supinated grip means the elbow flexors are under heavy static load throughout. Train it for both, but do not count it as your arm work and skip curls.
Will holds get me my first chin-up?
They help, and slow negatives help more. A hold builds strength close to the angle you hold, so the top position gets stronger while the bottom stays hard. Combining holds at the top with slow lowering through the full range covers more ground than either alone.
How long should I hold?
Fifteen to thirty seconds for most purposes. Beyond about forty seconds you are training discomfort tolerance rather than strength, and the better progression is to add weight with a belt or vest instead of adding time.
Chin-up hold or pull-up hold?
Chin-up hold if you want the biceps loaded, since the supinated grip produces more elbow flexor activity. Pull-up hold if you want slightly more emphasis on the back and grip. The difference is real but modest, and both are worth rotating.
Should I do these if I can already do fifteen chin-ups?
Only as a finisher. At that point a full chin-up does far more work per set than a static hold, so the holds add value mainly as a cheap way to accumulate extra tension at the end of a session, or as a change of stimulus for a few weeks.
