How to perform it
Lying face down with the knee bent to a right angle, rotate the foot away from the midline against resistance, which turns the thigh inwards.
- Lie face down on a mat with the legs straight.
- Bend one knee to a right angle so the shin points at the ceiling.
- Anchor a light band to the foot, or rest an ankle weight on it.
- Press both hip bones into the floor and brace lightly.
- Keep the knee still and the thigh flat.
- Rotate the foot outwards, away from the midline.
- Feel the thigh turning inwards inside the hip socket.
- Stop when the pelvis starts to lift off the floor.
- Pause for a beat at the end position.
- Return the foot slowly over three seconds.

Common mistakes
Letting the pelvis roll
Once the hip bone lifts off the floor the movement is coming from your spine, not your hip. Stop short of that point.
Using too much resistance
These are small muscles with short levers. A heavy band turns the drill into a whole body wriggle.
Letting the knee angle drift
If the knee opens or closes during the rep, the range you think you have is coming from the knee.
Dropping back to the start
Letting the leg fall back throws away half the exercise and puts the hip through an uncontrolled swing.
Expecting it to build anything
This is a mobility and control exercise. Treating it as a size builder guarantees disappointment.

Seated hip internal rotation
Sitting on a bench with the shin swinging outwards, easier to load with a band.

The opposite direction, which most programmes include and most people need alongside this.

Switching between both hips on the floor, training rotation through a larger range.
Standing band internal rotation
Done on one leg, which adds a balance and hip stability demand.
Prone hip rotation isometric
Holding the end position under light resistance rather than moving through reps.
Adduction machine
A loaded alternative that trains hip adduction, which shares muscles with internal rotation.
What hip internal rotation actually trains
Hip internal rotation is an isolation exercise in which you turn the thigh inwards inside the hip socket against light resistance, usually lying face down with the knee bent to a right angle.
The muscles doing the work are small and deep. The anterior fibres of gluteus medius and gluteus minimus are the main contributors, with tensor fasciae latae assisting and parts of the adductor group joining in depending on hip angle. None of these are muscles you will ever see.
The first thing to understand is the direction, because it confuses almost everyone. Lying face down with your knee bent, moving your foot away from the midline rotates your thigh inwards. The foot goes out and the hip goes in. If you move the foot towards the other leg you are training external rotation instead, which is a different exercise entirely.
The second thing to understand is why anyone bothers. This will not make your legs bigger. The muscles involved are too small and the leverage too poor for that to be a realistic goal, and no amount of enthusiasm changes it.
What internal rotation range does affect is your ability to sit into a deep squat, to keep the knees tracking over the feet, and to rotate through the hip in sport rather than through the lower back. Schoenfeld's review of squatting kinematics describes how hip position governs the way load distributes through the knee and the spine, and hips that will not rotate inwards force compensations further up and down the chain.
So the honest framing is this. Hip internal rotation is a preparation exercise for people whose hips limit them. If yours do not, you can skip it without missing anything.
Setting up and executing
Lie face down on a mat with your legs straight, then bend one knee to a right angle so the shin points at the ceiling.
Anchor a light band around the foot, or rest a light ankle weight on it. Many people are better off with no resistance at all for the first few sessions.
Press both hip bones into the floor and brace lightly through the abdomen. This is the part that decides whether the exercise works.
Keeping the knee still and the thigh flat, rotate the foot outwards away from the midline. Go until the pelvis starts to lift, and no further.
Pause for a beat, then return the foot slowly over three seconds rather than letting it drop.
The mistakes that cost you the most
Letting the pelvis roll is the fault that makes this exercise pointless. The moment your hip bone lifts off the mat, the extra range is coming from your lumbar spine rotating, not from your hip. It feels like progress and it is not. Keep both hips pinned and accept the smaller range.
Using too much resistance produces the same result by a different route. These muscles are small and their leverage is poor, so a strong band simply recruits everything else. Light is correct here in a way it is not on most exercises.
Letting the knee angle drift is subtler. If the knee opens as the foot travels, some of the movement you are counting belongs to the knee joint rather than the hip.
Dropping back to the start throws away half the work and puts the joint through an uncontrolled swing at the end of range. Lower it slowly.
And expecting it to build anything visible is a mistake of framing rather than technique. This is control and range work, and judging it against a leg curl will always end in disappointment.
Sets, reps and rest by goal
The goals in the table are the same for everyone here, because this is not a loading exercise.
For muscle gain, three sets of twelve to twenty per side with forty five seconds rest. For strength, three sets of ten to fifteen with a minute. In a fat loss phase, two sets of fifteen to twenty five with forty five seconds.
Those numbers exist for consistency. In practice, do two or three sets per side, keep the resistance light and stop when the position starts breaking down rather than when the muscle fails.
Refalo and colleagues found training close to failure and stopping a rep or two short produce comparable hypertrophy, and on an exercise where technique degrades quickly there is even less reason to grind out final reps.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is a useful rule for muscles you are trying to grow and largely irrelevant here. Adding sets of hip rotation does not compound the way adding sets of squats does.
Frequency beats volume. Two or three short exposures a week, done properly, will change your range faster than one long session of the same total work.
Where it fits in your split
In a warm up before lower body work, or tacked on to the end of a session.
On push, pull and legs it goes on legs day, either as preparation before squatting or at the very end. On a bro split it works as a warm up on leg day. On an upper and lower split it belongs in either lower session as preparation rather than as training. On a full body programme it is only worth the minutes if hip range is a specific problem for you.
The best use is genuinely as a warm up. Two light sets per side before squatting costs ninety seconds and often improves how the first working set feels, which is a reasonable return.
It is also worth pairing with external rotation work rather than doing it alone. Hips that lack internal rotation frequently have plenty of external rotation, and training only one direction reinforces the imbalance you were trying to address.
Liao and colleagues found unilateral and bilateral training produce broadly comparable outcomes for strength and speed measures, which is a reminder that single leg accessory work earns its place through specificity rather than through some special advantage.
Variations worth knowing
Seated hip internal rotation, performed on the edge of a bench with the shin swinging outwards, is easier to load with a band and easier on the lower back.
Hip external rotation trains the opposite direction and should usually be programmed alongside this rather than instead of it.
Ninety ninety rotations, switching between both hips on the floor, cover a larger range and feel more like mobility work than strength work.
Standing band internal rotation on one leg adds a balance and hip stability demand, which makes it more useful for sport and less isolated.
A prone isometric hold at the end position under light resistance is a good option for people whose hips complain about repeated movement.
And the adduction machine loads muscles that overlap with the internal rotators, which is a blunter but heavier way to train the same region.
What the evidence says
Vigotsky and colleagues cautioned that surface electromyography amplitudes cannot be read as direct measures of muscle growth potential, which matters here because claims about deep hip muscles rest heavily on exactly that kind of data.
Schoenfeld's review of squatting kinematics describes how hip position and joint angles govern the distribution of load through the knee and the spine, which is the mechanical case for caring about hip rotation range at all.
McGill's work on core training emphasises controlling motion at the lumbar spine rather than generating it, which is exactly the principle behind keeping the pelvis pinned to the floor while the hip rotates.
Liao and colleagues found unilateral and bilateral resistance training produce broadly similar outcomes across strength, jump and speed measures, which suggests single leg accessory work should be chosen for what it does specifically rather than for a general advantage.
Pallares and colleagues found full range training generally outperformed partial range work, though here the useful range is the one you can control without the pelvis moving, not the largest one available.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the argument for spending your sets on muscles that will actually grow.
Refalo and colleagues found comparable hypertrophy from training to failure and stopping short, which supports finishing these sets on quality rather than exhaustion.
Common questions
Which way does the foot go?
Away from the midline. Lying face down with your knee bent, moving the foot outwards rotates the thigh inwards, which is internal rotation. Moving the foot towards your other leg is external rotation. It is the most common mix up in this exercise.
Will this make my legs bigger?
No. The muscles are small, deep and poorly leveraged, and no arrangement of sets and reps changes that. Train it for hip range and control, and get your leg size from squats, presses and curls.
How much resistance should I use?
Very little, and often none at first. If the pelvis lifts or the whole body starts twisting, the band is too strong. The point is a controlled hip movement, not a heavy one.
Do I actually need this?
Only if your hips limit you. If you can squat to depth comfortably with the knees tracking well and you have no hip complaints, this is a solution to a problem you do not have. If your squat feels blocked at the bottom, it is worth a few weeks.
Should I do external rotation too?
Almost certainly. Most people who lack internal rotation have adequate external rotation, but training one direction alone tends to entrench the difference. Programme both, keep the loads light, and treat the pair as a single short block.
