How to perform it

Hanging from a bar with a supinated grip and the hands close together, pull your chest towards the bar and lower under control to a full hang.

  1. Set a bar you can hang from with the arms fully straight.
  2. Take a supinated grip with the hands roughly a fist apart.
  3. Hang with the arms straight and the shoulders relaxed upwards.
  4. Pull the shoulder blades down to begin the rep.
  5. Drive the elbows down towards your ribs.
  6. Keep the ribs down and squeeze the glutes to stop swinging.
  7. Pull until your upper chest is close to the bar.
  8. Pause for a beat at the top without shrugging.
  9. Lower under control over about three seconds.
  10. Finish each rep in a full hang before pulling again.

Common mistakes

Stopping at chin height

Chin over bar is a convention, not a range of motion. Pull until the upper chest is near the bar.

Never reaching a dead hang

Cutting the bottom short removes the stretched position where both the lats and the biceps are most loaded.

Kipping and swinging

Momentum from the hips moves you up the bar without loading the muscles you came for.

Gripping far too narrow

Hands touching crowds the wrists and forearms. A fist apart is close enough.

Treating it as a curl

The lats and teres major do most of the work here. Judge the set by your back, not your arms.

What the close-grip chin-up actually trains

A close-grip chin-up is a vertical pulling movement performed hanging from a bar with the palms facing you and the hands roughly a fist apart, pulling until the upper chest approaches the bar.

Be clear about what this is before you programme it. It is a back exercise. The latissimus dorsi and teres major produce the bulk of the force, the lower trapezius and rhomboids control the shoulder blades, and the posterior deltoid assists. The biceps brachii, brachialis and brachioradialis are heavily loaded, but they are loaded as elbow flexors serving a movement that your back is driving.

The supinated grip is what raises the biceps contribution. With the forearm supinated, the biceps brachii is in a strong position to flex the elbow, and it takes on more of the load than it would with the hands pronated. Doma and colleagues compared chin-ups with lat pulldowns and found substantial biceps involvement in the chin-up, alongside the expected latissimus activity.

Closing the grip does less than the name suggests. Dickie and colleagues examined muscle activation across pull-up variations and found the differences between grip widths and orientations are real but modest. A close grip nudges the biceps and the lower lat slightly, it does not transform the exercise. Anyone telling you a fist-width grip is a fundamentally different movement from a shoulder-width chin-up is selling you precision that does not exist.

What the close grip genuinely gives you is a slightly longer pull, because your hands are nearer your centre line and your chest can travel further before it meets the bar. That is worth having, and it is the honest case for the variation.

Setting up and executing

Find a bar you can hang from with the arms completely straight and the feet clear of the floor.

Take a supinated grip with the hands about a fist apart. Do not put them together; that crowds the wrists for no benefit.

Hang with the arms straight and the shoulders relaxed upwards into the sockets. This is the start position and most people never quite reach it.

Begin the rep by pulling the shoulder blades down. Then drive the elbows down towards your ribs rather than thinking about bending them.

Keep the ribs down and the glutes squeezed so the body stays rigid. Pull until your upper chest is close to the bar, and pause for a beat without shrugging.

Lower under control over about three seconds, all the way back to a full hang, and start again from there.

The mistakes that cost you the most

Stopping at chin height is the fault built into the name of the exercise. Chin over bar is a competition standard, not a training range. The last few centimetres, where the elbows travel behind the torso and the lats shorten fully, is the part that most people never train.

Never reaching a dead hang is the same error at the other end. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and here the bottom position is where the lats and the biceps are both at their longest. Bouncing off a half hang is the single most common way people inflate their rep count.

Kipping and swinging convert an arm and back exercise into a hip exercise. If your legs are moving, the muscles you came for are doing less.

Gripping far too narrow, with the hands touching, jams the wrists and makes the forearms the limiting factor. A fist apart is as close as you need.

Treating it as a curl leads to bad judgement about progression. Marcolin and colleagues found curl variations differ in how they load the biceps and brachioradialis, and a chin-up is not one of those variations. It is a back movement with a large biceps tax attached.

Sets, reps and rest by goal

This is a primary compound, so give it primary compound treatment.

For muscle gain, four sets of six to twelve with two minutes rest. For strength, four sets of four to six with three minutes, adding load with a belt or a vest. In a fat loss phase, three sets of eight to fifteen with ninety seconds.

If you cannot do six clean reps, use a band or an assisted machine rather than doing three sloppy ones. The pattern is worth training properly, and quality reps with assistance build the strength faster than partial reps without it.

If you can do more than twelve, add weight. Chin-ups respond to load the same way any other lift does, and a fifteen-rep bodyweight set is mostly endurance.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Sets here count towards your back volume and your biceps volume simultaneously, which is the strongest practical argument for the exercise: it is efficient in a way that curls plus pulldowns is not.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On chin-ups the last grinding rep is usually the one with the swing in it, so leaving it out costs nothing.

Where it fits in your split

First in a pull or back session, when you are fresh and your grip is intact.

On push, pull and legs it opens pull day as the vertical pull. On a bro split it opens back day, and it also earns a place at the start of arm day if you want a compound before the curls. On an upper and lower split it is the vertical pull in the upper session. On a full body programme it is one of the best single exercises available, since it covers back and biceps in one movement. On a bodyweight programme it is the cornerstone of pull day.

Do not put it after heavy curling. Fatigued biceps make a chin-up feel impossible while your lats are still fresh, which is a bad trade.

Two sessions a week is comfortable for most people, and pairing one heavier weighted session with one higher rep bodyweight session works well.

Variations worth knowing

The standard chin-up, hands at shoulder width, is slightly kinder to the wrists and does very nearly the same job.

The pull-up, with an overhand grip, reduces the biceps contribution and shifts the emphasis towards the lats and upper back.

The neutral grip chin-up, palms facing each other, suits elbows that dislike full supination and puts the brachialis in a strong position.

Weighted close-grip chin-ups with a belt or vest are the correct progression once bodyweight reps climb past twelve.

Assisted chin-ups on a band or machine let you train the full range while you build the strength to do it unaided, which beats grinding partials.

And the underhand lat pulldown is the seated cable equivalent, easier to load precisely and much easier to take close to failure.

What the evidence says

Doma and colleagues compared chin-ups with lat pulldowns and reported substantial latissimus dorsi and biceps brachii activity in the chin-up, which is the basis for treating it as a back exercise with a heavy arm contribution rather than an arm exercise.

Youdas and colleagues examined activation patterns and elbow motion across pull-up and chin-up variations and found the supinated version places the elbow flexors under greater demand, which explains why the close-grip chin-up leaves your biceps sore.

Dickie and colleagues analysed muscle activation across pull-up variations and found grip differences produce real but modest changes, which is the reason not to overstate what closing the grip does.

Marcolin and colleagues compared curl variants and found meaningful differences in how the biceps brachii and brachioradialis are loaded across them, which is useful context for deciding what a chin-up does and does not replace.

Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, supporting the full hang at the bottom and the chest-to-bar finish at the top.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is why a movement that banks back and biceps volume at once is worth its place.

Refalo and colleagues found stopping short of failure produces comparable growth, which is a practical rule on an exercise where the failure rep is usually the ugly one.

Common questions

Is this a biceps exercise or a back exercise?

A back exercise. The lats and teres major produce most of the force; the biceps are heavily loaded because they flex the elbow throughout. Programme it as a vertical pull and count the biceps work as a bonus, not the other way round.

How is this different from a normal chin-up?

Barely. The hands are closer, the pull is fractionally longer, and the biceps contribution is a little higher. Dickie and colleagues found grip variations shift activation modestly rather than dramatically. Pick whichever grip your wrists and elbows prefer and stop worrying about it.

Can it replace curls entirely?

For most people who train the full range and add load over time, yes. If you specifically want more brachialis and brachioradialis thickness, a hammer or reverse curl adds something a supinated pull does not.

Why do my forearms give out first?

Usually grip, sometimes a grip that is too narrow. Move the hands a little further apart, use chalk, and if grip is still the limiter after that, straps on the heaviest weighted sets are a reasonable answer.

Should I stop at chin height or pull higher?

Higher. Chin over bar is a standard borrowed from testing, not a training range. Pull until the upper chest is near the bar so the lats finish shortened, and lower to a genuine dead hang so they finish lengthened.
