Jump over a box rather than onto it, clearing it fully and landing softly on the far side.

Common mistakes
A box that is too tall
Clipping the edge with a trailing foot is the injury this exercise produces. Lower the box.
Landing stiff and loud
Straight legs on landing put the impact into the joints instead of the muscles.
Long sets for conditioning
Jump height falls off fast, and every rep after that is risk without training value.
A slow deep dip
Sinking into a full squat before jumping wastes the stretch reflex. Dip fast and shallow.
Doing them tired
Power work at the end of a session gets you low jumps and bad landings.

Jumping onto the box and stepping down, which removes the clearance risk completely.

A horizontal jump for distance, which needs no box and lands more gently.

Dropping from a box and rebounding immediately, which is far more demanding on the tendons.
Hurdle hop
Repeated jumps over low hurdles, which trains fast repeated contacts.
Jump squat
A vertical jump from a squat, which is the simplest way to train the same quality.
What the box jump over actually trains
A box jump over is a two footed jump that clears a box entirely, landing on the far side, rather than landing on top of it.
The glutes, quadriceps and calves produce the jump, the abs and hips keep the torso organised through the flight, and the same muscles absorb the landing eccentrically. It looks like a full body exercise and in a coordination sense it is.
But what it trains is power and the ability to produce force quickly, not muscle. Nothing here is loaded, nothing is held, and the contact with the ground lasts a fraction of a second. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and a set of jumps contributes no hard sets to anything. If you want bigger legs, squat.
That is not a criticism. Producing force quickly is a real quality, it is trainable, and almost everybody who only lifts neglects it. A few sets of jumps at the start of a lower body session, done fresh and with full intent, sharpen how quickly you express the strength you already have.
The problem is that this exercise is usually programmed as conditioning, in long sets, for time, when tired. That is the version that hurts people. Jump height falls quickly under fatigue, and the box does not get any shorter. A trailing foot catching a hard edge at speed is the characteristic injury here, and it happens almost exclusively at the back end of long sets.
Liao and colleagues reviewed unilateral and bilateral resistance training and found both improved jump performance, which is worth noting: jump ability is largely built by loaded strength work, and jumping itself is how you sharpen and express it.
So keep the reps low, the box modest and the intent high.
Setting up and executing
Stand beside a box you can clear without having to think about it.
Set your feet roughly hip width and swing your arms back as you dip into a quarter squat. The dip should be fast and shallow, not a slow descent into a full squat.
Drive the arms forward and up as the hips extend, and jump up and across rather than only across. Height buys you clearance; distance alone gets your trailing foot caught.
Tuck the knees enough to pass over the box comfortably.
Spot the landing area before your feet arrive, and land on both feet with the knees and hips bending to absorb.
Reset your stance deliberately, then jump back over.
The mistakes that cost you the most
A box that is too tall is the mistake that produces the injuries. People choose a height based on a fresh, motivated, well warmed up jump, and then perform reps four through ten with a body that cannot do that any more. Choose a box you could clear comfortably at the end of a hard session, and you will never have a problem.
Landing stiff and loud sends the impact into the knees, hips and lower back instead of into muscle. The landing is half of the exercise. Bend, absorb, be quiet.
Long sets for conditioning is the programming error underneath most of the technique errors. Once jump height drops, the training stimulus is already gone and only the risk remains. Three to five sharp reps beats fifteen tired ones every time.
A slow deep dip wastes the stretch shortening cycle that makes a jump a jump. Schoenfeld's review of squatting kinematics describes how position determines the contribution of hip, knee and ankle, and a fast shallow dip keeps the hips in the strong part of that range.
And doing them tired, at the end of a session, gives you every problem at once: lower jumps, worse landings and no power adaptation.
Sets, reps and rest by goal
Low reps, long rest, always fresh.
If muscle gain is the goal, three sets of three to five with two minutes rest, at the start of a lower body session, as a primer. It is not building muscle directly; it makes the session that follows feel sharper.
For strength and power, five sets of three with three minutes rest, done with complete intent on every rep. Rest here is not a suggestion. Power work depends on freshness.
In a fat loss phase, four sets of six to eight with ninety seconds is as far as the rep count should go, and the moment your landings get loud, stop.
Refalo and colleagues found lifting sets stopped short of failure produced comparable hypertrophy to sets taken to failure. Applied here, the point is stronger still: with jumps there is no benefit at all to the fatigued reps, only cost.
Progress by jump quality and by box height in very small steps, not by adding reps.
Where it fits in your split
First in a lower body session, immediately after the warm up.
On push, pull and legs it goes at the front of legs day, before squatting. On an upper and lower split, first in the lower session. On a bro split, as a primer at the start of leg day. On a full body programme it is a good opener. On an upper only duo split there is nowhere sensible for it, and skipping it costs you nothing.
It goes first because this is the only quality that requires complete freshness. Strength work tolerates a little fatigue and hypertrophy work tolerates a lot. Power tolerates none.
There is a second reason to put it first, which is that jumping prepares you to squat. A few sharp jumps wake up the nervous system and rehearse fast hip and knee extension.
Once or twice a week is enough.
Variations worth knowing
The plain box jump, landing on top of the box and stepping down, removes the clearance risk entirely and trains the same quality. For most people it is simply the better exercise.
The lateral box step over keeps the movement pattern with none of the impact, which makes it a genuine option on tired legs.
The broad jump measures horizontal power, needs no box at all and lands much more forgivingly, which makes it the easiest jump to programme safely.
The depth jump, dropping from a box and rebounding immediately on contact, is far more demanding on the tendons and belongs only in the programmes of people who already jump well.
Hurdle hops train fast repeated ground contacts over low obstacles, a different and more elastic quality.
And the jump squat is the simplest version of all, requires nothing and covers most of the same ground.
What the evidence says
The pool here is a resistance training pool, so what follows applies general principles rather than pretending these studies tested box jumps.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the reason box jumps should not be counted as leg volume no matter how sore they leave you.
Refalo and colleagues found sets stopped short of failure produced comparable hypertrophy to sets taken to failure, which supports ending jump sets early, where the argument for stopping is even stronger than in the gym.
Schoenfeld's review of squatting kinematics describes how hip, knee and ankle contributions shift with position and depth, which is the mechanical basis for a fast shallow dip rather than a slow deep one, and for absorbing the landing through all three joints.
Liao and colleagues compared unilateral and bilateral resistance training and found both improved measures of strength and jump performance, a reminder that jump ability is built mainly by loaded strength work and only sharpened by jumping.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, which is the argument for absorbing a landing properly rather than catching it on stiff legs.
Kassiano and colleagues found greater calf growth after training at long muscle lengths, which explains why fast elastic ground contacts, however hard the calves work, do not build them.
And McGill's work on core training emphasises stiffness under load, which is what the torso is doing through both the take off and the landing.
Common questions
Should I jump over the box or onto it?
Onto it, for almost everyone. Landing on top and stepping down trains the same quality with no chance of catching a trailing foot on a hard edge. Jumping over is faster, which only matters if you are competing in something that counts reps against a clock.
How high should the box be?
Lower than your best jump by a comfortable margin. Pick the height you could clear cleanly on the last rep of the last set, not the one you can clear once when fresh and motivated. Nobody has ever regretted a box that felt easy.
Is this good conditioning?
It is used as conditioning far more than it should be. Jump height collapses quickly, and once it does you are accumulating landings without any power stimulus. If you want conditioning, use a rower, a bike or a sled and leave jumps for the start of the session.
Will box jumps build my legs?
No. Nothing is loaded, nothing is held under tension, and the ground contact lasts a fraction of a second. They can make your legs very sore, which is muscle damage from landings rather than growth. Squats and hinges build legs; jumps make you faster at using them.
How is this different from a burpee box jump over?
The burpee version adds a press up and a stand before every jump, which turns a power exercise into a conditioning one and guarantees the jumps happen tired. If you want power, jump on its own. If you want conditioning, there are safer options than a fatigued jump over a hard object.
