How to perform it
Rise onto the balls of your feet, then squat down and stand back up without letting the heels touch the floor at any point.
- Stand with the feet hip width apart on a flat, non slip surface.
- Rise up onto the balls of both feet.
- Reach the arms forward at shoulder height for balance.
- Brace the abs and keep the chest tall.
- Bend the knees and lower straight down.
- Let the knees travel forward over the toes as you descend.
- Keep the heels lifted throughout, never touching down.
- Descend as deep as your balance allows.
- Pause briefly at the bottom without rocking.
- Push back up to standing while staying on the toes.

Common mistakes
Heels touching down
Once a heel touches, the calf unloads and it becomes an ordinary squat. Reset and start the set again.
Falling forward
Rushing the descent throws your weight over the toes. Slow down and use the arms as a counterweight.
Chasing depth too early
Depth here is limited by balance, not mobility. Build the range over weeks rather than forcing it.
Adding load too soon
Holding dumbbells before you can do clean bodyweight reps just makes the balance worse.
Treating it as a calf builder
The calf works isometrically here rather than through range. Use a real calf raise for size.

Variations and swaps
Goblet tip-toe squat
Holding a dumbbell at the chest, which paradoxically helps balance by shifting the counterweight forward.
Heels elevated squat
A wedge or plates under the heels, giving the same knee dominant position with none of the balance demand.
Sissy squat
Leaning back on the toes with the hips extended, which loads the quadriceps far harder.
Single leg tip-toe squat
One leg at a time, which is a serious balance challenge rather than a strength one.
Supported tip-toe squat
Holding a rack upright lightly so the balance demand is removed and the legs can work.
Standing calf raise
The exercise to use instead if calf size is the actual goal.
What the tip-toe squat actually trains
A tip-toe squat is a squat performed entirely on the balls of the feet, with the heels held off the floor from the first rep to the last.
Start with the honest version of what it does, because the name suggests a calf exercise and that is not really what you get.
The quadriceps do most of the moving work. Holding the heels up puts the shins at a steep forward angle, which is the same position a heel wedge creates, and that makes the knee travel further and the quadriceps work harder while the hips and the erector spinae do comparatively little. Schoenfeld's review of squatting kinematics describes exactly this trade off between ankle angle, knee travel and where the load ends up.
The calves work hard, but they work isometrically. The gastrocnemius and soleus hold the ankle in plantarflexion for the whole set rather than moving through a range. That is a real demand and it burns, but it is not the kind of loaded lengthening and shortening that drives calf growth.
The third thing being trained, and arguably the main one, is balance. Your base of support shrinks to the front third of each foot, and the ankle stabilisers and the intrinsic foot muscles have to keep you over it while the knees and hips move. That is genuinely useful for anyone whose ankles feel unreliable, and it is why the exercise is worth knowing.
So treat it as ankle control and quadriceps work with a long calf isometric attached. If calf size is what you want, a loaded calf raise through a full range is a better use of the same ten minutes.
Setting up and executing
Stand with the feet hip width apart on a flat surface with reliable grip. A slippery floor makes this unpleasant.
Rise fully onto the balls of both feet before the first rep. Reach the arms forward at about shoulder height; they are a counterweight, not decoration.
Brace the abs and keep the chest tall.
Bend the knees and lower straight down, letting the knees travel forward over the toes. That forward travel is the movement, not a fault.
Descend as deep as your balance allows, pause briefly without rocking, and push back up while staying high on the toes.
Keep the heels lifted throughout. The set ends when a heel touches.
The mistakes that cost you the most
Heels touching down is the fault that defines the exercise, because the moment a heel lands the calves unload and you are doing an ordinary squat. If it happens, stop the set, reset and start again rather than finishing a set that has stopped being the exercise.
Falling forward comes from descending too quickly. With a small base of support you have no margin, so the tempo has to be slower than a normal squat. Reaching the arms forward moves your centre of mass back over the balls of your feet and helps more than people expect.
Chasing depth too early is the most common way to make this frustrating. Your depth here is limited by balance rather than mobility, and it improves over weeks of practice. Trying to hit full depth on day one just produces a set of near falls.
Adding load too soon has the same effect. Dumbbells at your sides make the balance worse without making the legs work much harder.
And treating it as a calf builder is the conceptual mistake. The calf holds a position; it does not travel. Kassiano and colleagues found that gastrocnemius growth responded strongly to training at long muscle lengths, which requires the heel to drop below the toes. That never happens here.
Sets, reps and rest by goal
Programme this as low load accessory work, because that is what it is.
For muscle gain, three sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds, though strength is not really what this movement develops. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.
Stop the set when your balance goes, not when your legs fail. The last two reps of a wobbling set teach you nothing and add nothing.
Progression is best made through range and control rather than load. A deeper squat, a cleaner descent and a longer pause at the bottom are all more useful than a dumbbell in each hand.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but sets here contribute modestly at best, since the load is low and the calf never moves through range. Do not count these towards your leg volume.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which is convenient, because on this exercise the failure point is a stumble rather than a missed rep.
Where it fits in your split
At the end of a lower body session, as accessory work.
On push, pull and legs it goes at the end of legs day. On a bro split it follows the main leg work. On an upper and lower split it fits in either lower session in small doses. On a full body programme it is optional and easily cut. On a bodyweight programme it earns its place properly, because it is one of the few ways to make a squat hard with no equipment at all.
That last case is the strongest one. If you train without weights, the tip-toe squat increases the demand on the quadriceps and adds an ankle challenge without needing anything to load. It solves a real problem in that context.
In a fully equipped gym the case is much weaker. Almost everything it does is done better by something else: heel elevated squats for the knee dominant position, calf raises for the calves, single leg work for balance under load.
Two or three sets once a week is plenty.
Variations worth knowing
The goblet tip-toe squat holds a dumbbell at the chest, which sounds harder but often improves balance by placing a counterweight in front of you.
The heels elevated squat, with a wedge or plates under the heels, gives you the same knee dominant, quadriceps biased position with none of the balance demand, which makes it far more loadable.
The sissy squat leans the torso back with the hips extended while staying on the toes, which loads the quadriceps at long lengths much harder and is the more serious exercise of the two.
A single leg tip-toe squat is a balance test more than a strength exercise, and most people will not get far into the range.
A supported tip-toe squat, with one hand resting on a rack upright, removes the balance component entirely and lets the legs work, which is the sensible regression while you learn it.
And the standing calf raise is what you should be doing instead if calf size is the actual goal.
What the evidence says
Kassiano and colleagues found greater gastrocnemius hypertrophy when calf training was performed at long muscle lengths, which is the clearest reason not to expect calf growth from an exercise that holds the ankle in a shortened position throughout.
Kovács and colleagues found that knee position alters medial gastrocnemius and soleus activation during dynamic plantarflexion, and in a tip-toe squat the knee angle is changing constantly, which makes the calf demand variable and hard to programme deliberately.
Kubo and colleagues compared squat training at different depths and found greater lower limb muscle growth from deeper squatting, which supports pushing the range here as far as balance allows rather than accepting a shallow version.
Schoenfeld's review of squatting kinematics and kinetics explains how ankle and shin angle change the distribution of work between the knee and the hip, which is the mechanical reason this variation is quadriceps dominant.
Pallarés and colleagues found full range training generally beat partial range training, which again favours depth over rep count.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the caveat that low load balance work contributes little to either.
Common questions
Is this a calf exercise?
Not a useful one. The calves hold an isometric position for the whole set, which burns, but they never move through a loaded range. Use a calf raise where the heel drops below the toes if you want the calves to grow.
Is my knee travelling past my toes a problem?
No. Knees travelling forward of the toes is a normal feature of deep knee bending and is not in itself harmful, and here it is the entire point of the exercise. Restricting it would remove the reason to do the movement.
How is this different from a sissy squat?
Both stay on the toes, but the sissy squat leans the torso back and keeps the hips extended, which loads the quadriceps at much longer lengths. The tip-toe squat keeps the torso upright and is mostly a balance exercise. The sissy squat is the more serious training tool.
Should I add weight?
Only once you can do clean, controlled, full depth reps at bodyweight. Even then, a goblet hold works better than dumbbells at your sides, because the counterweight in front helps you stay over the balls of your feet.
Is it worth doing at all?
In a gym, rarely. Heel elevated squats do the quadriceps job better and calf raises do the calf job better. Training at home with no equipment, it is genuinely useful, because it makes a bodyweight squat hard and trains ankle control at the same time.
